Small, consistent changes to temperature, light exposure, timing, and pre-sleep routines can dramatically shift how quickly you fall asleep and how rested you feel in the morning.

Keep Your Bedroom Cool and Dark

Your body needs to drop its core temperature to fall asleep and stay asleep. The ideal bedroom temperature for adults is between 60 and 67°F (about 15 to 19°C). This range helps stabilize REM sleep, the phase tied to dreaming and memory processing, and supports the deeper slow-wave sleep stages where your body does most of its physical restoration. If you’re waking up sweating or kicking off covers in the middle of the night, your room is probably too warm.

Humidity matters too. Aim for indoor humidity between 30% and 60%. Air that’s too dry irritates your throat and nasal passages, which can wake you up or make breathing uncomfortable. Air that’s too humid encourages mold growth and makes the room feel stuffy. A simple hygrometer (available for a few dollars) can tell you where you stand, and a humidifier or dehumidifier can correct it.

Light is the other environmental factor worth getting right. Even small amounts of light in your bedroom can interfere with melatonin production. Blackout curtains, covering LED indicator lights on electronics, and keeping your phone face-down all help. If you can see your hand clearly in front of your face after the lights are off, the room isn’t dark enough.

Get Bright Light in the Morning

Your internal clock relies on light to know when you should be awake and when you should be asleep. Morning sunlight is the strongest signal you can give it. Natural daylight on a clear day delivers around 10,000 lux or more, which is 20 to 50 times brighter than typical indoor lighting. Spending 30 to 60 minutes in that kind of light each morning helps lock your circadian rhythm into a consistent pattern, which makes you feel sleepy at a predictable time each night.

You don’t need to stare at the sun. A walk, eating breakfast near a window, or even sitting outside with coffee counts. On overcast days, the light is still significantly brighter outdoors than inside. If you live somewhere with limited winter daylight, a 10,000-lux light therapy box used for 20 to 30 minutes in the morning can substitute.

Cut Caffeine Earlier Than You Think

Caffeine works by blocking the receptors in your brain that respond to a chemical your body uses to signal sleepiness. The problem is that caffeine has a long half-life, meaning it takes your body about five to six hours to clear just half of it from your system. Research shows that caffeine consumed as early as six hours before bedtime can disrupt sleep quality, even if you don’t feel wired. If you go to bed at 10 p.m., your last cup of coffee should be before 2 p.m. at the latest. Some people metabolize caffeine more slowly and may need to cut off even earlier.

Tea, chocolate, and some medications also contain caffeine, so it’s worth checking what you’re consuming in the afternoon and evening, not just coffee.

Rethink the Nightcap

Alcohol feels like it helps you fall asleep because it acts as a sedative in the short term. But it significantly disrupts sleep architecture once your body starts metabolizing it. During the first half of the night, alcohol suppresses REM sleep. As your blood alcohol level drops in the second half, REM sleep rebounds in fragmented bursts, which is why you often wake up at 3 or 4 a.m. after drinking and can’t get back to sleep easily. Even moderate amounts, a glass or two of wine, can produce this effect. The closer to bedtime you drink, the worse the disruption.

Exercise, but Watch the Timing

Regular physical activity is one of the most consistent sleep improvers in research. It doesn’t need to be intense. Walking, cycling, swimming, or strength training all help, and the benefits often show up within a few weeks of regular exercise.

The timing caveat is straightforward: exercise raises your core body temperature, which signals your brain that it’s time to be alert. After a workout, it takes roughly 30 to 90 minutes for your core temperature to start falling again, and that decline is what helps trigger sleepiness. If you’re someone who feels energized after exercise, finish your workout at least one to two hours before bed. That gives your endorphin levels time to come down and your body time to cool off. Morning or afternoon workouts are ideal for most people, but some find evening exercise doesn’t bother them at all. Pay attention to your own pattern.

Build a Stronger Bed-Sleep Connection

If you spend a lot of time in bed scrolling, watching TV, working, or lying awake frustrated, your brain starts associating your bed with wakefulness rather than sleep. One of the most effective behavioral approaches to insomnia, called stimulus control, works by retraining that association. The rules are simple:

This approach is the foundation of cognitive behavioral therapy for insomnia (CBT-I), which is considered the first-line treatment for chronic sleep problems, ahead of medication. It feels counterintuitive at first, especially the part about getting out of bed, but it works because it breaks the cycle of lying awake and building anxiety about not sleeping.

Use Breathing to Shift Your Nervous System

When you’re lying in bed with a racing mind, your sympathetic nervous system (the fight-or-flight branch) is running the show. Slow, controlled breathing activates the opposing branch, your parasympathetic nervous system, which lowers heart rate and blood pressure and puts your body into a state more compatible with sleep.

The 4-7-8 technique is one of the simplest to try. Inhale through your nose for four counts, hold your breath for seven counts, then exhale slowly through your mouth for eight counts. Repeat the cycle three or four times. The extended exhale is the key element. It signals your nervous system to downshift. You won’t feel dramatically different after one cycle, but with a few rounds, most people notice their body relaxing. It works better with practice over days and weeks, so don’t dismiss it after one attempt.

When Melatonin Makes Sense

Melatonin is a hormone your brain naturally produces as it gets dark, and supplemental melatonin can help in specific situations. It’s most useful for jet lag, shift work, or when your sleep schedule has drifted significantly and you need to reset it. It’s less effective as a general sleep aid for people who simply can’t quiet their mind at night.

For short-term insomnia, a typical starting dose is 2 mg taken one to two hours before your intended bedtime. For ongoing sleep difficulties, the same dose taken 30 minutes to one hour before bed is common, though the dose can be adjusted up to 10 mg depending on your response. For jet lag, 3 mg taken at your normal bedtime after arriving at your destination (not before 8 p.m. or after 4 a.m.) for up to five days helps reset your clock.

More is not better with melatonin. Higher doses don’t produce stronger sleepiness and can actually cause morning grogginess or disrupt your natural production cycle. Start low and give it several nights before deciding if it’s working. Melatonin is generally intended for short-term use, around 13 weeks or less, unless a doctor recommends otherwise.

Create a Wind-Down Buffer

The transition from full-speed daily life to sleep doesn’t happen instantly. Building a 30 to 60 minute wind-down period before bed gives your brain a chance to shift gears. This doesn’t need to be elaborate. Dim the lights in your home, put away screens (or at minimum switch to night mode and lower brightness), and do something low-key: read, stretch, take a warm shower, or listen to a podcast. The warm shower trick works because warming your skin surface causes blood vessels to dilate, which actually accelerates core body temperature drop once you get out, mimicking the cooling signal your body needs to initiate sleep.

The specifics matter less than the consistency. When you repeat the same sequence each night, your brain learns to treat those activities as a cue that sleep is coming. Over time, the routine itself becomes a trigger for drowsiness.
