What Can You Eat to Lower Your Blood Pressure?

Several foods can measurably lower blood pressure, and the effects start faster than most people expect. Eating a diet rich in leafy greens, berries, beets, fatty fish, and potassium-rich foods can reduce systolic blood pressure by 4 to 5 mmHg within weeks. That may sound modest, but at a population level, even a 2 mmHg drop in systolic pressure significantly cuts the risk of heart attack and stroke.

Leafy Greens and Beets: The Nitrate Effect

Spinach, kale, arugula, romaine lettuce, beets, and celery are all rich in naturally occurring nitrates. When you eat these foods, bacteria in your mouth convert the nitrates into a compound that enters your bloodstream and causes blood vessels to relax and widen. This relaxation directly lowers blood pressure.

The timeline is surprisingly quick. Blood pressure begins to drop about three hours after eating nitrate-rich foods, which is when nitrate levels in the blood peak. In a study of patients with high blood pressure, drinking beetroot juice daily reduced both systolic and diastolic blood pressure within one week, and the effect held across the full four-week study period. You don’t need beetroot juice specifically. A large salad with spinach or arugula, a side of roasted beets, or a smoothie with raw spinach all deliver meaningful amounts of dietary nitrate.

Berries and Their Blood Pressure Benefit

Blueberries, strawberries, blackberries, and red grapes contain anthocyanins, the pigments responsible for their deep blue, red, and purple colors. These compounds improve the function of the cells lining your blood vessels, making them more flexible and responsive.

A study published in the Journal of Gerontology Series A found that eating 200 grams of blueberries daily (roughly 1.5 cups) for one month reduced systolic blood pressure by 5 mmHg in healthy adults. Researchers then tested a drink made with purified anthocyanins and found similar improvements in blood vessel function, confirming that the pigments themselves drive much of the benefit. That said, whole blueberries provide additional fiber and nutrients, so eating the fruit is better than taking an extract.

Fatty Fish and Omega-3s

Salmon, mackerel, sardines, herring, and trout are the richest dietary sources of omega-3 fatty acids (EPA and DHA). A large meta-analysis in the Journal of the American Heart Association, covering dozens of randomized controlled trials, found that 2 to 3 grams per day of combined EPA and DHA is the optimal range for lowering blood pressure. At that dose, systolic pressure dropped by roughly 2.6 mmHg on average across all participants.

The effect is stronger if you already have high blood pressure. Among people with readings at or above 140/90, consuming 2 grams per day of omega-3s reduced systolic pressure by about 4 mmHg and diastolic by about 2 mmHg. At 3 grams per day, the reductions were closer to 4.5 and 2.8 mmHg respectively. Going above 3 grams didn’t produce meaningfully better results. A typical 3-ounce serving of wild salmon provides about 1.5 grams of EPA and DHA combined, so eating fatty fish twice a day would reach the optimal range. More realistically, eating fatty fish three to four times per week and supplementing on other days is a practical approach.

Potassium-Rich Foods

Potassium helps your kidneys flush out excess sodium, and it also relaxes blood vessel walls. Both actions lower blood pressure. The recommended adequate intake for adults is 3,400 mg per day for men and 2,600 mg for women. Most Americans fall well short of these targets.

A meta-analysis of 25 randomized controlled trials in people with hypertension found that potassium supplementation reduced systolic blood pressure by 4.48 mmHg and diastolic by 2.96 mmHg over 4 to 15 weeks. Foods especially high in potassium include bananas, potatoes (with skin), sweet potatoes, white beans, lentils, avocados, yogurt, and dried apricots. A single medium baked potato with skin provides around 900 mg. One cup of cooked lentils delivers roughly 730 mg. Rather than fixating on one food, building meals around a variety of these sources makes it easier to hit your daily target consistently.

Cutting Sodium Makes Everything Work Better

No list of blood-pressure-lowering foods is complete without addressing the mineral that raises it most. The American Heart Association recommends no more than 2,300 mg of sodium per day, with an ideal limit of 1,500 mg for most adults, especially those with high blood pressure. For context, a single teaspoon of table salt contains about 2,300 mg.

Most excess sodium doesn’t come from the salt shaker. It comes from processed and restaurant foods: bread, deli meats, canned soups, frozen meals, pizza, and sauces. Cooking more meals at home with whole ingredients is the single most effective way to reduce sodium intake without obsessively tracking every milligram. When buying packaged foods, comparing sodium content on labels quickly reveals which products are worth avoiding.

The DASH Diet: Putting It All Together

The DASH diet (Dietary Approaches to Stop Hypertension) is essentially a formalized version of everything above: heavy on fruits, vegetables, whole grains, lean protein, and low-fat dairy, with strict limits on sodium, red meat, and added sugars. It’s the most studied dietary pattern for blood pressure, and the results are consistent.

In clinical trials, the DASH diet reduced systolic blood pressure by about 4.4 mmHg within the first week, and that reduction held steady through 12 weeks of follow-up. When combined with sodium reduction to 1,500 mg per day, the effects are even larger. The speed of that initial response is notable. You’re not waiting months for results. Your blood vessels start responding to a better diet almost immediately.

Fermented Foods and Yogurt

Yogurt, kefir, fermented milk, and fermented vegetables like kimchi and sauerkraut offer a combination of calcium, potassium, and bioactive compounds that may support lower blood pressure through several pathways. Fermented dairy products contain peptides that inhibit an enzyme your body uses to constrict blood vessels (the same enzyme targeted by a common class of blood pressure medications). They also promote the production of short-chain fatty acids and nitric oxide, both of which help blood vessels relax.

The evidence here is less precise than for nitrate-rich vegetables or omega-3s. There isn’t a clean “eat X amount and expect Y drop” number. But regular consumption of unsweetened yogurt and fermented foods fits comfortably within a DASH-style eating pattern and adds potential benefit without any downside.

Dark Chocolate in Small Amounts

Dark chocolate contains flavanols, compounds that improve blood vessel flexibility. In short-term trials, daily intake of at least 100 grams of chocolate was associated with blood pressure reductions. But 100 grams of chocolate is over 500 calories, which makes it impractical as a daily habit. More encouragingly, one trial found that just 6.3 grams of dark chocolate per day (about one small square) containing 30 mg of polyphenols reduced blood pressure in adults with prehypertension or stage 1 hypertension, while white chocolate with no polyphenols had no effect. Choose dark chocolate with a high cocoa content, and treat it as a small daily addition rather than a primary strategy.

What a Blood-Pressure-Friendly Day Looks Like

Knowing which individual foods help is useful, but the real power comes from combining them into a daily eating pattern. A practical day might look like this:

  • Breakfast: Oatmeal with blueberries and a handful of walnuts, or plain yogurt with sliced banana
  • Lunch: A large spinach salad with white beans, avocado, and olive oil dressing
  • Dinner: Baked salmon with roasted beets and sweet potato
  • Snacks: A small square of dark chocolate, dried apricots, or celery with hummus

None of these meals require specialty ingredients or unusual cooking techniques. The pattern is simple: more plants, more fish, more potassium, less sodium, and enough variety to cover the different mechanisms (nitrates, anthocyanins, omega-3s, potassium) that each contribute to lower readings. Most people who commit to this style of eating see measurable changes within one to four weeks.
