Soreness after a workout is almost always a sign that you challenged your muscles beyond what they’re used to. It’s called delayed onset muscle soreness, or DOMS, and it typically shows up 12 to 24 hours after exercise, peaking somewhere between 24 and 72 hours. While uncomfortable, it’s a normal part of how your body adapts to new physical demands, not a sign that something went wrong.
What’s Actually Happening in Your Muscles
When you exercise, especially during movements where your muscles lengthen under load (think: lowering a dumbbell, walking downhill, or the downward phase of a squat), you create microscopic disruptions in your muscle fibers. These aren’t injuries in any meaningful sense. They’re tiny structural changes that trigger your body’s repair process, bringing in immune cells to clean up damaged tissue and rebuild it stronger.
Along with soreness, you might notice mild swelling, some stiffness, and temporary weakness in the muscles you worked. All of this is part of the same repair response. Your muscles lose a bit of strength and range of motion for a few days while the tissue remodels itself. These lengthening contractions, called eccentric movements, cause more soreness and take longer to recover from than movements where your muscles shorten, like the pushing phase of a bench press.
Lactic Acid Isn’t the Cause
One of the most persistent fitness myths is that lactic acid buildup causes post-workout soreness. It doesn’t. Lactic acid is flushed out of your muscles so quickly after exercise that it doesn’t damage cells or cause pain. The burning sensation you feel during an intense set is related to lactic acid, but the soreness that shows up a day or two later comes from those micro-level disruptions in muscle fibers and the inflammation that follows. Soreness Doesn’t Mean You Had a Good Workout
Many people treat soreness as proof that their training session was effective. If you’re not sore, you didn’t work hard enough. This is a tempting idea, but the research doesn’t support it. Studies show a low correlation between how sore you feel and how much actual muscle breakdown occurred. More importantly, muscle damage and muscle growth are not the same thing. It’s not mandatory to experience soreness, or even micro-tears, to build muscle.
Bodybuilders, for example, develop significant muscle size in areas that are both prone and not prone to soreness. Some of the most effective hypertrophy training produces minimal soreness once your body adapts to the movements. If you’ve been doing the same exercises consistently for a few weeks and stop getting sore, that’s your muscles adapting, not your workouts failing. Using pain as a scoreboard for training quality is unreliable and can push you toward doing too much too soon.
The Typical Recovery Timeline
DOMS follows a fairly predictable pattern. You’ll start noticing stiffness and tenderness roughly 12 to 24 hours after your workout. The worst of it usually hits between 24 and 72 hours. From there, soreness gradually fades over the next few days. Most people feel back to normal within five to seven days, though intense or unfamiliar workouts can extend that timeline slightly.
The soreness is most pronounced when you try something new: a different exercise, heavier weight, more volume, or a type of movement your body isn’t conditioned for. This is why your first week back in the gym after a long break can leave you barely able to walk up stairs, while someone training consistently at the same intensity barely notices any soreness at all.
How to Recover Faster
You don’t need to sit on the couch waiting for soreness to pass. Light movement, often called active recovery, can help you feel better faster than complete rest. Walking, easy cycling, swimming, or gentle stretching increases blood flow to sore muscles without adding stress. In one study, runners who used swimming as active recovery performed better the following day than those who simply rested.
Sleep and nutrition matter more than any supplement. Getting enough protein supports the repair process, and staying hydrated helps your body manage inflammation. As for popular supplements like tart cherry juice, which contains natural anti-inflammatory compounds, the evidence is mixed. One university study found no significant difference in muscle tenderness, flexibility, or strength recovery between a tart cherry group and a control group, despite the supplement’s reputation. Your best tools remain consistent sleep, adequate protein, and gradually increasing your training over time so your body can adapt.
When Soreness Is Something More Serious
Normal soreness is diffuse, meaning it spreads across the muscle you worked rather than concentrating in one specific spot. It builds gradually over hours, not minutes, and it doesn’t come with sharp pain or visible changes to the area. Knowing the difference between soreness and injury matters.
A pulled or strained muscle feels different in several ways. The pain is usually immediate, not delayed. It’s sharp and localized to one specific point rather than spread across the whole muscle. You may also notice bruising, focused swelling, or difficulty moving nearby joints. If any of those signs are present, you’re likely dealing with a strain rather than standard soreness.
There’s also a rare but serious condition called rhabdomyolysis, where extreme muscle breakdown floods the bloodstream with cellular contents that can damage the kidneys. The CDC lists three key warning signs: muscle pain that’s far more severe than you’d expect from the workout, dark tea- or cola-colored urine, and unusual weakness or fatigue where you can’t complete tasks you normally handle easily. Symptoms can appear hours or even days after the workout. If you notice dark urine after intense exercise, especially combined with extreme soreness, seek medical attention immediately. Rhabdomyolysis is most common after unusually intense workouts, particularly in people who are deconditioned or exercising in extreme heat.
What This Means for Your Training
Soreness is a signal that you introduced a new stimulus. It’s not a measure of progress, and chasing it isn’t a useful training strategy. The goal is progressive overload, gradually increasing demands on your muscles over weeks and months, not maximizing how wrecked you feel the next day.
If you’re consistently so sore that it interferes with your next workout or daily life, you’re likely doing too much too fast. Scaling back volume or intensity and building up more gradually will still produce results while letting you train more frequently. On the other hand, if you haven’t been sore in months but you’re still getting stronger, adding reps, or improving performance, your training is working exactly as it should.
