Walking with a weighted vest increases the physical demand of an ordinary walk, forcing your body to work harder with every step. The added load raises your heart rate, burns more calories, strengthens bones, and builds lower-body muscle over time. It’s one of the simplest ways to turn a daily walk into a more effective workout without changing your routine.
How It Changes Your Calorie Burn
The most immediate effect of strapping on a weighted vest is a higher metabolic cost. Your muscles need more energy to move your body plus the extra load, which means you burn more calories per minute than you would walking at the same speed without it. A 2024 study in Medicine & Science in Sports & Exercise developed a formula specifically for weighted vest walking and found that the metabolic increase scales nonlinearly with load. In plain terms, the heavier the vest relative to your body weight, the disproportionately harder your body works.
The effect is real but less dramatic than carrying the same weight in a backpack. Vests distribute load evenly across your torso, which keeps your posture more natural and reduces the compensatory energy your body spends staying balanced. The overall mean metabolic rate during weighted vest walking in the study was about 6 watts per kilogram of body mass, though your individual number depends on your walking speed, the vest load, and your fitness level. For most people, a vest loaded to 10 to 15 percent of body weight noticeably increases effort without making the walk feel punishing.
Stronger Bones, Especially at the Hip
One of the most compelling reasons to walk with a weighted vest is bone health. Your skeleton adapts to the forces placed on it, and the extra gravitational load from a vest stimulates bone-building cells in weight-bearing areas like the hips and spine.
A five-year study at Oregon State University tracked postmenopausal women who performed weighted vest exercises compared to a control group that did not. The results were striking. The control group lost 3.8 percent of total hip bone mass over the study period, while the exercise group lost less than 1 percent. In the trochanter (the bony bump on the outer hip), the control group lost 3.4 percent of bone mass compared to just 0.2 percent for the vest group. Most impressively, at the femoral neck of the hip, a common fracture site in older adults, the control group lost 4.4 percent of bone mass while the exercisers actually gained more than 1.5 percent. That shift from bone loss to bone gain is significant for anyone concerned about osteoporosis.
A Bigger Cardiovascular Challenge
Walking with added weight pushes your heart rate higher than the same walk without it. Your cardiovascular system has to pump more blood to meet the increased oxygen demands of your working muscles. Over weeks and months of consistent training, this added stimulus can improve your aerobic capacity (VO2 max) and general endurance. For people who find regular walking too easy to feel like real exercise but don’t want to start running, a weighted vest bridges that gap. You get a more intense cardiovascular workout at walking speed, which is easier on your joints than jogging.
Effects on Your Joints and Gait
Extra weight changes how forces travel through your lower body. Research published in Gait & Posture found that the effects are both joint-specific and load-dependent. At a relatively light load of 3 percent of body weight, the only significant change was an increase in the peak external knee flexion moment, essentially more force through the front of the knee during the stance phase of each step. At 5 percent of body weight, the ankle also experienced significantly greater forces.
For healthy joints, these increased forces are part of what makes weighted walking beneficial. They stimulate bone remodeling and strengthen the muscles and connective tissue around the knee and ankle. But for people with existing joint problems, particularly knee osteoarthritis, the added load can trigger compensatory movement patterns. Your body may shift how it distributes weight, which can stress other structures. If walking without a vest already causes joint pain, adding weight will make things worse, not better.
Balance and Functional Strength
Weighted vest walking challenges your balance in subtle ways. Carrying extra mass on your torso raises your center of gravity slightly and forces your core and stabilizer muscles to work harder with each step. A review in Frontiers in Public Health found that older adults who performed exercises wearing a vest loaded to 10 percent of body weight improved their balance, functional mobility, and quadriceps strength. Notably, balance and mobility gains exceeded those from other training methods used in the comparison.
There’s a flip side, though. The same review flagged a safety signal worth knowing about. In one trial, participants in a diet-plus-weighted-vest group experienced 14 falls compared to 10 in a diet-only group and 7 in a diet-plus-resistance-training group. The study wasn’t designed to draw firm conclusions about fall risk, but the numbers suggest that unsupervised weighted vest use in older adults warrants caution. If balance is already a concern, starting with very light loads in a controlled environment makes sense.
Who Should Be Careful
Weighted vests are safe for most people, but a few situations call for extra caution or avoidance. If you have a stress fracture, a weighted vest is not recommended. The added load puts more compressive force through the exact area that needs to heal. Similarly, if unweighted walking already causes pain in your back, hips, knees, or feet, a vest will amplify the problem.
A common concern is whether vests worsen spinal conditions like scoliosis. There’s no established connection between wearing a weighted vest and developing or worsening scoliosis. Strengthening the back muscles can actually help manage conditions like scoliosis or kyphosis. The guiding principle is straightforward: if wearing the vest causes pain, the weight is too heavy or the vest doesn’t fit properly.
How to Start
Begin with a vest loaded to about 5 to 10 percent of your body weight. For a 160-pound person, that’s 8 to 16 pounds. This range is enough to feel the difference without dramatically altering your gait or overloading your joints. Walk your normal route at your normal pace and pay attention to how your knees, hips, and lower back feel both during and after.
Increase the load gradually, adding no more than 2 to 5 pounds at a time once your current weight feels comfortable for your full walk. Most fitness professionals suggest capping the load at around 10 to 20 percent of body weight for walking. Going heavier shifts the risk-to-benefit ratio, particularly for your knees and lower back. A well-fitting vest sits snugly against your torso without bouncing or shifting. Loose vests change your center of gravity unpredictably and can cause chafing over longer walks.
