Several categories of food can meaningfully lower cholesterol, and the most effective approach combines multiple ones rather than relying on a single item. The 2026 ACC/AHA guidelines on managing cholesterol emphasize that healthy eating patterns rich in fruits, vegetables, nuts, legumes, whole grains, and unsaturated fats produce consistent reductions in LDL (the “bad” cholesterol). Here’s what works and why.
Oats and Other Soluble Fiber Sources
Soluble fiber is one of the most reliable dietary tools for lowering LDL cholesterol. It works by binding to bile acids in your digestive tract, compounds your liver makes from cholesterol to help digest fat. When soluble fiber traps these bile acids and carries them out, your liver pulls cholesterol from your bloodstream to make more, which lowers the amount circulating in your blood.
Oats are the standout source. The FDA allows a health claim on oat products based on evidence that 3 grams per day of oat beta-glucan, the specific type of soluble fiber in oats, lowers cholesterol. That’s roughly one and a half cups of cooked oatmeal. Barley contains the same type of fiber and has similar effects.
Beans, lentils, and chickpeas are also excellent sources. A cup of cooked black beans provides about 5 grams of soluble fiber. These foods do double duty: they replace higher-fat protein sources in meals while actively pulling cholesterol from your system.
Pectin-Rich Fruits
Certain fruits are particularly high in pectin, a type of soluble fiber that works through the same bile acid mechanism as oat fiber. Pectin forms a gel-like substance in your gut that traps bile salts, forcing your liver to use up more cholesterol to replace them. The fruits with the most pectin are apples, pears, plums, gooseberries, and citrus fruits (especially the peel and pith of oranges and grapefruits). Carrots are a notable vegetable source.
You don’t need to eat these in large quantities. A couple of apples or pears a day, eaten with the skin on, contributes a meaningful amount of pectin alongside other fiber sources in your diet.
Nuts, Especially Walnuts
A study published in the AHA journal Circulation followed 708 older adults and found that eating about half a cup of walnuts daily for two years modestly lowered LDL cholesterol and reduced the number of LDL particles linked to cardiovascular risk. That half-cup serving is roughly 1.5 ounces.
Almonds, pistachios, and other tree nuts show similar benefits, though walnuts have the most robust evidence. The key is consistency. A small handful most days of the week is more effective than occasional large servings. Nuts are calorie-dense, so they work best when they replace less healthy snacks rather than being added on top of everything else you eat.
Soy Protein
Replacing some animal protein with soy protein has a direct effect on LDL. Clinical trials show that 25 to 50 grams of soy protein per day lowers LDL cholesterol by about 4% to 8%. A large meta-analysis of 38 studies found even larger effects in people who started with higher cholesterol levels: a 12.9% decrease in LDL and a 10.5% drop in triglycerides.
Practical sources include tofu, tempeh, edamame, and soy milk. A cup of firm tofu contains roughly 20 grams of soy protein, and a cup of edamame provides about 17 grams. You don’t need to go fully plant-based. Swapping soy into a few meals per week gets you into the effective range.
Olive Oil and Unsaturated Fats
One of the most impactful dietary changes for cholesterol isn’t adding a specific food, it’s swapping what you cook with. The 2026 guidelines note a graded relationship between saturated fat intake and LDL levels: the more saturated fat you eat (from butter, red meat, full-fat dairy, coconut oil, and palm oil), the higher your LDL tends to climb. Replacing saturated fats with unsaturated fats produces consistent LDL lowering.
Extra virgin olive oil is a particularly good choice. Beyond its unsaturated fat content, its natural plant compounds actively prevent LDL particles from becoming oxidized. Oxidized LDL is more likely to damage artery walls, so this protection matters beyond the cholesterol number itself. Research in the Journal of Nutrition found that compounds in extra virgin olive oil completely prevented cell-driven LDL oxidation in lab studies by boosting the body’s own antioxidant enzyme systems.
Avocados, canola oil, and the fats in nuts and fatty fish are other strong sources of unsaturated fat.
Fatty Fish
Salmon, mackerel, sardines, and herring are rich in omega-3 fatty acids, which primarily target triglycerides rather than LDL. According to an AHA science advisory, omega-3s at dietary levels can lower triglycerides by 20% to 30% in people with elevated levels. They don’t significantly change HDL cholesterol at typical food-based intakes.
The relationship between fish oil and LDL is more nuanced. At very high supplemental doses used for severely elevated triglycerides, some omega-3 formulations can actually raise LDL. But at the amounts you get from eating fish two to three times a week, this isn’t a concern. Fish also replaces red meat in your diet, which removes a significant source of saturated fat.
Plant Sterols and Stanols
Plant sterols and stanols are natural compounds found in small amounts in vegetable oils, nuts, seeds, and whole grains. They’re structurally similar to cholesterol, which lets them block cholesterol absorption in your gut. At concentrated doses of 2 to 3 grams per day, they lower LDL cholesterol by 9% to 12%, according to research published in AHA journals.
You can’t easily get 2 grams from whole foods alone. Most people who use these rely on fortified products like certain margarines, orange juice, or yogurt drinks specifically designed to deliver a therapeutic dose. Check the label for the amount per serving. These products work best when consumed with meals, since they need to be present in your gut at the same time as dietary cholesterol.
Green Tea
A meta-analysis of 14 randomized controlled trials involving over 1,100 people found that green tea lowered total cholesterol by about 7 mg/dL and LDL by about 2 mg/dL, with no significant effect on HDL. Those are modest numbers compared to other interventions on this list, but green tea is easy to incorporate and the reductions add up when combined with other dietary changes.
The cholesterol-lowering effect comes from catechins, the same antioxidant compounds responsible for many of green tea’s other health benefits. Both brewed green tea and green tea extract showed effects in the trials.
The Overall Pattern Matters Most
No single food will dramatically change your cholesterol on its own. The strongest results come from building a dietary pattern around multiple cholesterol-lowering foods simultaneously. The Mediterranean, DASH, and plant-based diets all show evidence for reducing cardiovascular risk, and they share common features: heavy on vegetables, fruits, whole grains, legumes, nuts, and olive oil, with limited saturated fat and processed carbohydrates.
The practical strategy is stacking. Start your day with oatmeal topped with berries and walnuts. Use olive oil instead of butter. Eat beans or lentils a few times a week. Swap red meat for fish or tofu in a few meals. Snack on apples or almonds instead of chips. Each change is small, but together they produce LDL reductions that rival low-dose medication in some people.
