The best sources of electrolytes are whole foods you probably already eat: potatoes, bananas, leafy greens, beans, nuts, seeds, dairy, and meat. Most people can meet their electrolyte needs entirely through food, without supplements or sports drinks. The key is knowing which foods deliver which electrolytes, since no single food covers them all.
What Electrolytes Actually Do
Electrolytes are minerals that carry an electrical charge when dissolved in your body’s fluids. Your cells use them to contract muscles, transmit nerve signals, regulate your heartbeat, and balance the amount of water inside and outside each cell. The major ones you need from your diet are sodium, potassium, magnesium, and calcium, plus smaller amounts of chloride, phosphate, and bicarbonate.
Each electrolyte has a distinct job. Sodium controls fluid balance and helps cells absorb nutrients. Potassium works alongside sodium (when one enters a cell, the other leaves) and is especially important for heart function. Magnesium powers the process that converts food into energy, and your brain and muscles depend on it heavily. Calcium controls muscle movement, nerve signaling, and heart rhythm.
Top Food Sources of Potassium
Potassium is the electrolyte most people fall short on. Adults need 2,600 mg per day (women) or 3,400 mg (men), and the richest sources tend to be plant foods. A half cup of dried apricots delivers 755 mg, and a cup of cooked lentils provides 731 mg. Other standouts include acorn squash (644 mg per cup mashed), dried prunes (635 mg per half cup), raisins (618 mg per half cup), and a medium baked potato (610 mg).
Bananas get all the credit, but at 422 mg per medium fruit, they’re actually a mid-tier source. You’ll get comparable amounts from a cup of orange juice (496 mg), a half cup of boiled soybeans (443 mg), or a cup of canned kidney beans (607 mg). Top Food Sources of Magnesium
Adults need 310 to 420 mg of magnesium daily, depending on sex and age. Seeds and nuts are the most concentrated sources by far. One ounce of roasted pumpkin seeds packs 156 mg, covering over a third of most people’s daily needs. An ounce of chia seeds has 111 mg, and an ounce of almonds or cashews provides 74 to 80 mg.
Beyond seeds and nuts, cooked spinach delivers 78 mg per half cup, a quarter cup of oil-roasted peanuts has 63 mg, and a half cup of black beans has 60 mg. Whole grains are another reliable source: a half cup of brown rice gives you 42 mg compared to just 10 mg from white rice. Yogurt, bananas, potatoes, and oatmeal each contribute moderate amounts in the 32 to 43 mg range per serving. Your body absorbs only about 30% to 40% of the magnesium you eat, which is why eating a variety of these foods matters more than relying on one or two.
Getting Enough Calcium

A cup of Gatorade flips that ratio, with 97 mg of sodium and just 37 mg of potassium. If you’re looking for a potassium boost during the day, coconut water wins easily. If you’ve been sweating heavily and need sodium replacement, a sports drink or salty food is more effective.
For most exercise lasting under an hour, plain water is enough. Electrolyte replacement becomes more important during sessions longer than an hour, intense interval training, or workouts in extreme heat. People with unusually high sweat rates or very salty sweat (you’ll notice white streaks on your clothes or skin) may benefit from adding sodium to their fluids during activity.
Why Absorption Matters as Much as Intake
Eating an electrolyte-rich food doesn’t mean your body absorbs all of it. Phytic acid, found in whole grains, seeds, legumes, and some nuts, can reduce absorption of magnesium, calcium, iron, and zinc. Lectins in beans and whole grains can interfere with calcium and phosphorus uptake. And oxalates in leafy greens, beets, tea, and nuts bind to calcium before your body can use it.
Simple preparation methods make a big difference. Soaking beans and grains overnight, sprouting seeds, and fermenting foods all break down phytic acid. Boiling vegetables for about 12 minutes can cut oxalate content by 30% to 87%, with leafy greens showing the greatest reduction. If you eat a lot of high-oxalate foods, pairing them with a calcium source (like drinking milk with a spinach salad) helps, because the oxalates bind to calcium in your stomach rather than in your kidneys.
Building an Electrolyte-Rich Diet
Rather than focusing on a single “superfood,” the most practical approach is combining foods that cover different electrolytes. A breakfast of oatmeal with pumpkin seeds and a banana covers magnesium and potassium. A lunch with grilled salmon, brown rice, and steamed broccoli adds more potassium and magnesium along with some calcium. A snack of yogurt and dried apricots hits calcium and potassium hard.
