What Foods Cause Inflammation in the Body?

Several categories of food consistently promote inflammation in the body: added sugars, processed meats, excessive alcohol, and foods cooked at very high temperatures top the list. But the picture is more nuanced than many online lists suggest. Some foods widely blamed for inflammation, like seed oils, don’t actually have strong evidence against them. Here’s what the research shows about the foods that matter most.

Added Sugars

Sugar is one of the clearest dietary drivers of inflammation. When you eat large amounts of added sugar, your body produces more of the signaling molecules that ramp up inflammatory responses. It also feeds less beneficial gut bacteria at the expense of protective species, shifting your microbiome toward a profile associated with chronic, low-grade inflammation.

The latest Dietary Guidelines for Americans (2025-2030) take a notably strict position, stating that “no amount of added sugars or non-nutritive sweeteners is recommended or considered part of a healthy or nutritious diet.” In practical terms, the guidelines recommend no single meal contain more than 10 grams of added sugar. That’s a significant reduction from the previous cap of 50 grams per day on a 2,000-calorie diet. For context, a single can of soda contains about 39 grams.

The biggest sources of added sugar in most people’s diets aren’t obvious. Flavored yogurts, granola bars, pasta sauces, salad dressings, and bread all contribute. Checking nutrition labels for added sugars (now listed separately from total sugars) is the most practical step you can take.

Processed Meats

Bacon, sausage, hot dogs, deli meats, and corned beef are consistently linked to higher levels of inflammation and oxidative stress. The problem isn’t just the meat itself. Without protective compounds like vitamin C and polyphenols (which are naturally present in vegetables), the nitrates added to processed meats can convert into N-nitrosamines, compounds linked to cancer and oxidative damage.

A randomized crossover trial found that a diet high in red or processed meat markedly increased harmful nitrogen compounds in the gut compared to a vegetarian diet, which was associated with very low levels of these byproducts. The high sodium content in processed meats also contributes independently, raising blood pressure and promoting damage to blood vessel linings.

Foods High in Advanced Glycation End Products

Advanced glycation end products (AGEs) are compounds that form when proteins or fats react with sugars, especially during high-heat cooking. Your body treats AGEs as irritants, triggering an immune response that produces inflammation. The more AGEs you consume regularly, the higher your baseline level of inflammatory activity.

The foods with the highest AGE concentrations (above 150 mg/kg) include processed nuts, bakery products, certain cereals, and meats. Dairy products, vegetables, fruits, and beverages tend to be much lower, under 40 mg/kg. Cooking method matters enormously. Grilling, frying, broiling, and roasting at high temperatures all accelerate AGE formation in the same piece of food. Steaming, poaching, stewing, and slow cooking at lower temperatures produce far fewer of these compounds. Choosing how you cook can be as important as choosing what you cook.

Alcohol

Excessive alcohol triggers inflammation through a specific chain of events in your gut. Alcohol damages the cells lining your intestines and breaks apart the tight junctions between them, the structures that normally keep bacteria and their byproducts contained. Once that barrier weakens, bacterial toxins leak into your bloodstream, a process sometimes called “leaky gut.” Your immune system responds to those toxins with widespread inflammation, particularly targeting the liver.

This isn’t limited to heavy drinkers. Alcohol-induced changes to gut bacteria (dysbiosis) and barrier disruption are considered one of the primary sources of both liver and systemic inflammation in people with alcohol use disorder. The damage compounds over time: repeated exposure means the gut barrier never fully recovers, keeping inflammation elevated even between drinks.

The Omega-6 to Omega-3 Imbalance

Your body uses omega-6 and omega-3 fatty acids to produce signaling molecules, but the two types compete for the same processing pathways. When omega-6 wins that competition, the result leans toward pro-inflammatory signals. When omega-3 wins, the result leans anti-inflammatory. The ratio between them matters.

Research suggests the body functions well at a ratio of about 5:1 (omega-6 to omega-3). The typical Western diet sits closer to 20:1. That enormous skew comes from eating lots of fried foods, packaged snacks, and fast food while consuming relatively little fatty fish, flaxseed, or walnuts. Reducing the ratio isn’t just about cutting omega-6. Adding more omega-3 sources, like salmon, sardines, mackerel, chia seeds, or walnuts, shifts the balance.

What About Seed Oils?

Seed oils like soybean, sunflower, and canola oil have become a popular target online, with claims that their linoleic acid (an omega-6 fat) drives inflammation. The clinical evidence doesn’t support this. A systematic review found “virtually no evidence” from controlled trials that adding linoleic acid to the diet increases inflammatory markers in healthy people. A more recent analysis confirmed that increasing linoleic acid intake does not significantly affect blood concentrations of inflammatory markers. The concern about seed oils appears to be driven more by social media than by science. The real issue is the overall omega-6 to omega-3 ratio across your whole diet, not any single cooking oil.

Dairy: It Depends on the Type

Dairy is often listed as inflammatory, but the evidence is more complicated than a simple yes or no. The distinction may come down to the type of protein in the milk. Most conventional cow’s milk contains a protein called A1 beta-casein. A growing body of research links A1 to gut inflammation, altered microbiome composition, reduced intestinal motility, and increased inflammatory markers in the blood, including compounds involved in allergic and immune responses.

Milk containing only A2 beta-casein (from certain cow breeds, or sold as “A2 milk”) shows a different pattern. It’s associated with increased levels of beneficial gut bacteria like Bifidobacterium, reduced inflammatory markers, and higher blood levels of glutathione, a key antioxidant your body uses to manage oxidative stress. One study found that conventional milk containing A1 raised blood levels of an inflammatory marker called IL-4, while A2-only milk did not. Another found that A1 consumption increased fecal calprotectin, a marker of intestinal inflammation.

If you tolerate dairy well, you likely don’t need to eliminate it. But if dairy seems to worsen your symptoms, trying A2 milk or fermented dairy products like yogurt and kefir (where the proteins are partially broken down) may be worth experimenting with.

Patterns Matter More Than Single Foods

Inflammation isn’t typically driven by one meal or one ingredient. It builds from consistent dietary patterns over weeks, months, and years. A diet heavy in processed meats, fried foods, sugary drinks, and packaged snacks creates a steady drip of pro-inflammatory signals. A diet centered on vegetables, fruits, fatty fish, whole grains, nuts, and olive oil does the opposite, providing anti-inflammatory compounds and antioxidants that counterbalance everyday exposure.

The most practical approach isn’t to obsess over eliminating every potentially inflammatory food. It’s to shift the overall balance: fewer ultra-processed foods, more whole foods, lower-temperature cooking methods when possible, and enough omega-3 sources to offset the omega-6 you’re already getting. Small, consistent shifts in that direction reduce inflammatory markers more reliably than dramatic short-term elimination diets.
