What Foods Reduce Inflammation in the Body?

Fatty fish, leafy greens, cruciferous vegetables, extra virgin olive oil, and high-fiber whole foods are among the strongest anti-inflammatory foods supported by research. But the real power isn’t in any single ingredient. It’s in how your overall eating pattern shifts the balance between molecules that promote inflammation and those that resolve it.

Inflammation itself isn’t the enemy. It’s your immune system’s repair response to injury and infection. The problem starts when that response never fully switches off, creating a low-grade chronic state linked to heart disease, type 2 diabetes, and joint pain. What you eat every day plays a direct role in whether your body stays stuck in that inflammatory loop or moves through it.

How Food Controls Inflammation

Your body uses fatty acids from food as raw materials to build signaling molecules. Omega-6 fats, abundant in vegetable oils and processed snacks, feed the production of compounds that ramp up inflammation. Omega-3 fats from fish and certain plants compete for the same enzymes, effectively crowding out those pro-inflammatory signals and replacing them with molecules called resolvins, maresins, and protectins. These specialized compounds actively shut down inflammation: they reduce the production of inflammatory cytokines, limit the generation of damaging free radicals, and stop immune cells from flooding into tissues where they’re no longer needed.

Omega-3s also bind to receptors on immune cells called macrophages, which blocks the activation of NF-kB, a master switch that controls the expression of dozens of inflammatory genes. When NF-kB stays quiet, your body produces fewer of the signaling proteins that sustain chronic inflammation. This is why dietary fats matter so much. The type of fat you eat literally determines which inflammatory signals your cells can build.

Fatty Fish and Omega-3 Sources

Salmon, mackerel, sardines, herring, and anchovies are the richest dietary sources of EPA and DHA, the two omega-3 fats with the most evidence behind them. EPA in particular has been shown to reduce C-reactive protein (CRP), a blood marker that doctors use to gauge systemic inflammation, in people with elevated triglycerides. These fats also shift the balance of immune T cells away from the types (Th1 and Th17) that drive autoimmune and chronic inflammatory responses.

Two to three servings of fatty fish per week is the amount most dietary guidelines recommend. If you don’t eat fish, walnuts, flaxseeds, chia seeds, and hemp seeds provide a plant-based omega-3 called ALA, though your body converts only a small fraction of ALA into EPA and DHA.

Cruciferous Vegetables

Broccoli, cauliflower, Brussels sprouts, kale, and cabbage contain a compound called sulforaphane that targets inflammation at the genetic level. Sulforaphane works by interfering with NF-kB’s ability to bind to DNA, which prevents inflammatory genes from being activated in the first place. It does this without blocking NF-kB from entering the cell nucleus. Instead, it chemically inactivates the protein once it arrives, essentially disarming it at its final destination.

Chopping or chewing these vegetables is important because it triggers an enzyme reaction that produces sulforaphane from its precursor compound. Cooking them lightly (steaming for three to four minutes rather than boiling) preserves more of that enzyme activity.

Extra Virgin Olive Oil

Extra virgin olive oil contains oleocanthal, a compound that works through the same anti-inflammatory pathway as ibuprofen. The throat-stinging sensation you feel with a good olive oil is actually oleocanthal activating the same receptor that ibuprofen does. The dose is modest: about 50 grams of extra virgin olive oil per day (roughly 3.5 tablespoons) delivers up to 9 milligrams of oleocanthal, which corresponds to about 10% of a standard ibuprofen dose. That’s not enough to replace a pain reliever, but consumed daily over months and years, it contributes to a meaningful anti-inflammatory baseline.

The key word is “extra virgin.” Refined olive oils lose most of their oleocanthal during processing. A stronger peppery bite in the oil generally signals higher oleocanthal content.

High-Fiber Foods

Beans, lentils, oats, whole grains, vegetables, and fruit all contribute dietary fiber, and hitting at least 30 grams per day appears to be a meaningful threshold. A clinical study found that when healthy adults increased their fiber intake to 30 grams daily for one month, they showed significant reductions in several markers of gut inflammation and intestinal permeability, including calprotectin (a marker of intestinal inflammation) and zonulin (a protein linked to “leaky gut”). Their cholesterol levels dropped as well.

Fiber works partly by feeding beneficial gut bacteria, which produce short-chain fatty acids as a byproduct. These short-chain fatty acids strengthen the gut lining, reducing the amount of bacterial toxins that leak into the bloodstream and trigger immune responses. Most adults eat only about 15 grams of fiber per day, roughly half the target. Adding a cup of lentils (about 15 grams of fiber), a serving of oats, and a few extra servings of vegetables can close that gap.

Turmeric and Black Pepper

Curcumin, the active compound in turmeric, has well-documented anti-inflammatory effects in laboratory studies. The catch is absorption. On its own, curcumin passes through the digestive system with very little entering the bloodstream. Pairing turmeric with black pepper changes the equation dramatically: piperine, the compound that gives black pepper its bite, increases curcumin absorption by 20-fold. It does this by helping curcumin pass through the intestinal wall more efficiently and by slowing the liver enzymes that normally break curcumin down before it can circulate.

This means a turmeric latte or curry made without black pepper delivers almost none of curcumin’s benefits. Adding even a pinch of black pepper makes a significant difference. Fat also helps absorption, so cooking turmeric into dishes with olive oil or coconut milk further improves uptake.

What About Berries and Green Tea?

Berries are frequently cited as anti-inflammatory powerhouses because of their anthocyanins, the pigments that give blueberries, strawberries, and cherries their deep color. The reality is more nuanced. A systematic review and meta-analysis of randomized clinical trials found that anthocyanin supplements had no significant effect on CRP levels, in either healthy people or those with existing conditions. That doesn’t mean berries are useless. They’re rich in fiber, vitamin C, and other beneficial compounds. But their specific effect on measurable inflammation markers is weaker than often claimed.

Green tea tells a similar story. EGCG, its most studied compound, shows anti-inflammatory effects in cell and animal studies, but human trials are inconsistent. A year-long trial using a high dose of 843 milligrams of EGCG daily (far more than you’d get from drinking tea) found no significant reductions in CRP, TNF-alpha, or IL-6. A smaller study using about half that dose for 60 days did find CRP reductions, but other trials at similar doses showed nothing. The evidence isn’t strong enough to rely on green tea as a primary anti-inflammatory strategy, though it’s a reasonable part of an overall healthy pattern.

Foods That Drive Inflammation Up

Reducing inflammation isn’t just about adding protective foods. It’s equally about cutting back on the ones that fuel it. Processed and fried foods, sugary drinks, and refined carbohydrates are the main culprits, and the mechanism is specific. High-heat cooking (frying, grilling, roasting at high temperatures) creates compounds called advanced glycation end products, or AGEs. When AGEs bind to their receptor on cell surfaces, they trigger oxidative stress and chronic inflammation directly. Over time, this also promotes insulin resistance.

Your body has a natural defense: a separate receptor that breaks down AGEs and counteracts inflammation. But under chronic inflammatory conditions, this protective receptor gets suppressed, creating a vicious cycle where more AGEs lead to more inflammation, which leads to less capacity to clear AGEs. Saturated fats compound the problem by activating a different inflammatory pathway, the NLRP-3 inflammasome, which produces the inflammatory cytokines IL-1 beta and IL-18.

The Nightshade Question

Tomatoes, peppers, eggplant, and potatoes all belong to the nightshade family, and you may have heard they worsen inflammation, especially in people with arthritis. The concern centers on solanine, a compound these plants produce as a natural insecticide. Older mouse studies suggested solanine damaged the gut lining and increased intestinal inflammation. But more recent animal research has found the opposite: purple potatoes and goji berries (also nightshades) actually reduced inflammation and improved gut barrier function.

No controlled human trials have confirmed that nightshades cause inflammatory flares. Some people with autoimmune conditions report feeling worse after eating them, and that lived experience is worth paying attention to individually. But there’s no reason for most people to avoid nightshades, and tomatoes in particular are rich in lycopene, a compound with its own anti-inflammatory properties.

The Overall Pattern Matters Most

The Mediterranean diet, built around vegetables, fruit, whole grains, legumes, fish, olive oil, and nuts, is the most studied anti-inflammatory eating pattern. A meta-analysis of studies in people with coronary heart disease found that closer adherence to a Mediterranean-style diet was associated with significantly lower CRP levels. The effect comes not from any single food but from the cumulative impact of replacing processed, high-sugar, high-saturated-fat meals with whole foods rich in fiber, omega-3s, and plant compounds that all push your body’s inflammatory balance in the same direction.

You don’t need to follow the Mediterranean diet by name. The practical takeaway is consistent: eat more fatty fish, vegetables (especially cruciferous ones), legumes, nuts, and olive oil. Use turmeric with black pepper when you cook. Aim for 30 grams of fiber daily. And reduce your intake of fried foods, processed meats, and sugary drinks. The anti-inflammatory effect builds over weeks and months of consistent choices, not from any single meal or supplement.
