If your triglycerides are above 150 mg/dL, the foods doing the most damage are probably not the ones you’d guess. While fatty foods get most of the blame, sugar and refined carbohydrates are often the bigger drivers. Your liver converts excess sugar and starch into triglycerides and packages them into particles that flood your bloodstream. Cutting back on specific food categories can meaningfully lower your levels, sometimes within weeks.
Sugary Foods and Drinks
Sugar is the single biggest dietary contributor to high triglycerides, and fructose is the worst offender. Unlike glucose, which your whole body can use for energy, fructose goes straight to the liver. There, it directly stimulates the liver to produce and release triglyceride-rich particles into the blood. This happens even without the insulin spikes that other sugars cause, meaning fructose raises triglycerides through two separate pathways at once: direct liver production and the insulin resistance it creates over time.
The foods to cut first:
- Soda and sweetened drinks: A single 12-ounce can of regular soda contains roughly 10 teaspoons of sugar, most of it high-fructose corn syrup.
- Candy, cookies, cakes, and pastries: These combine sugar with refined flour, doubling the triglyceride impact.
- Sweetened yogurts and flavored milks: Chocolate milk and fruit-on-the-bottom yogurts can pack as much sugar as dessert.
- Sweetened cereals and granola bars: Many breakfast products marketed as healthy contain significant added sugar.
On ingredient labels, added sugars hide behind many names. Sucrose, dextrose, syrups, honey, and concentrated fruit or vegetable juices all count. The Nutrition Facts panel now lists “Added Sugars” as its own line, making it easier to spot.
Fruit Juice and High-Sugar Fruits
Whole fruit is fine in moderation because fiber slows sugar absorption. Fruit juice is a different story. A 12-ounce glass of 100% grape juice contains the equivalent of 13 teaspoons of natural sugar. The same amount of orange juice has about 9 teaspoons. Without the fiber of whole fruit, that sugar hits the liver fast and gets converted to triglycerides efficiently.
The National Lipid Association recommends limiting even 100% fruit juice to half a cup (4 ounces) per serving. Whole fruits are a better choice: a cup of grapes has about 5.5 teaspoons of sugar, while a medium orange has only 3. Stick to whole fruits at meals and snacks, and treat juice like a treat rather than a health food.
Refined Carbohydrates and Starches
White bread, white rice, regular pasta, and other refined grains act almost like sugar once they hit your bloodstream. The refining process strips away fiber and nutrients, leaving starch that your body quickly breaks into glucose. When glucose floods in faster than your muscles can use it, your liver converts the excess into triglycerides.
Common refined carbohydrates to limit include white bread, bagels, flour tortillas, white rice, most boxed cereals, crackers, pancakes, waffles, muffins, and pizza dough. Swapping these for whole-grain versions (brown rice, whole wheat bread, oats, quinoa) slows digestion and blunts the triglyceride response. The difference between a white flour bagel and a bowl of steel-cut oats is meaningful for your lipid panel.
Alcohol
Alcohol raises triglycerides through a direct mechanism: it inhibits lipoprotein lipase, the enzyme your body uses to break down triglycerides in the bloodstream. When that enzyme is suppressed, triglyceride-rich particles accumulate instead of being cleared. Even moderate drinking can push borderline levels into the high range.
Beer, wine, and cocktails all count. Mixed drinks with sugary mixers are especially problematic because you’re combining alcohol’s enzyme-blocking effect with a sugar load. If your triglycerides are elevated, reducing alcohol or eliminating it entirely is one of the fastest ways to see improvement. For people with levels above 500 mg/dL, where the risk of pancreatitis rises significantly, alcohol avoidance is particularly important.
Trans Fats
Trans fats are the most harmful type of dietary fat for your cardiovascular system, and they raise triglycerides along with LDL cholesterol. Most trans fats in the food supply come from partially hydrogenated vegetable oils, which are plant oils chemically modified to stay solid at room temperature.
Although large-scale industrial use of partially hydrogenated oils has declined, trans fats still show up in some processed foods: commercial baked goods, certain fast food items, stick margarine, and deep-fried foods. Check ingredient lists for anything described as “partially hydrogenated.” Even small amounts add up over time. Naturally occurring trans fats in meat and dairy exist in much smaller quantities and are less of a concern.
High-Saturated-Fat Foods
Saturated fat contributes to triglyceride elevation, though less dramatically than sugar does. The biggest sources are fatty cuts of meat, full-fat dairy, and tropical oils. Specifically, watch for:
- Meats: Steaks with visible marbling, organ meats, bacon, and processed lunch meats like salami and bologna.
- Dairy: Whole milk, 2% milk, whipping cream, half-and-half, full-fat ice cream, and high-fat cheeses like cheddar, colby, cream cheese, provolone, and swiss.
- Cooking fats: Lard, beef tallow, coconut oil, and palm oil.
- Combination foods: Cheeseburgers, tacos with full-fat cheese and sour cream, and Cobb salads load up saturated fat from multiple ingredients at once.
Switching to lean proteins, low-fat dairy, and cooking with olive oil or other unsaturated fats can lower saturated fat intake without overhauling your entire diet. Even modest substitutions matter. Eggs are a middle ground: whole eggs and yolks contribute some saturated fat and cholesterol, so keeping intake to three or four whole eggs per week is a reasonable target.
Sweetened Condiments and Hidden Sugar Sources
Some of the sneakiest triglyceride-raising foods don’t taste sweet at all. Barbecue sauce, ketchup, teriyaki sauce, honey mustard, and many salad dressings contain added sugars. Flavored coffee drinks, sweetened teas, and sports drinks also contribute. Powdered dairy creamers and sweetened condensed milk are easy to overlook but add up quickly for daily coffee drinkers.
The pattern to watch for is processed foods with long ingredient lists. Manufacturers add sugar to improve flavor in everything from pasta sauce to bread. Reading the “Added Sugars” line on the Nutrition Facts panel is the most reliable way to identify these hidden sources.
What These Changes Can Actually Do
Triglyceride levels respond to dietary changes faster than cholesterol does. Normal is below 150 mg/dL. Moderate hypertriglyceridemia falls between 150 and 499 mg/dL, and severe is 500 mg/dL or above. At very high levels (1,000 mg/dL and up), the enzyme that clears triglycerides from your blood becomes overwhelmed, and the risk of acute pancreatitis increases substantially.
For most people in the moderate range, lifestyle changes are the first-line approach. Clinicians typically recommend a minimum of 4 to 12 weeks of dietary and lifestyle modification before reassessing. Cutting sugar, refined carbs, and alcohol simultaneously tends to produce the most noticeable drop. Pairing these food changes with regular physical activity amplifies the effect because exercise increases your body’s ability to clear triglycerides from the bloodstream. The combination of eating less of the foods above and moving more is often enough to bring borderline or moderately elevated levels back under 150.
