Several fruits can meaningfully lower blood pressure, with the strongest evidence behind bananas, kiwis, watermelon, pomegranates, and citrus fruits. The benefits come from a mix of potassium, plant compounds that relax blood vessels, and natural substances that help your body produce nitric oxide. The DASH eating plan, designed specifically for blood pressure management, recommends four to five servings of fruit per day as part of a broader dietary approach.
Potassium Is the Main Reason Fruit Helps
Potassium counteracts sodium’s effect on blood pressure. When you eat more potassium, your kidneys flush out more sodium through urine, and your blood vessel walls relax. Both of these effects bring pressure down. The American Heart Association recommends 3,500 to 5,000 mg of potassium daily for people trying to prevent or treat high blood pressure, ideally from food rather than supplements.
Fruits particularly high in potassium include apricots, cantaloupe, kiwifruit, guava, oranges, and pomegranates. Prune juice and pomegranate juice are also potassium-dense options. Bananas get the most attention, but many fruits deliver comparable or higher amounts per serving. Dried apricots, for instance, pack more potassium per ounce than a fresh banana.
Kiwi: Small Fruit, Strong Evidence
Kiwi is one of the best-studied fruits for blood pressure. In a clinical trial published through the American Heart Association, people who ate three kiwis a day for eight weeks had systolic blood pressure (the top number) that was 3.6 mmHg lower than a comparison group eating apples. That may sound modest, but at a population level, even a 2 mmHg drop in systolic pressure reduces the risk of stroke and heart disease. Kiwis are rich in potassium, vitamin C, and fiber, all of which contribute to cardiovascular health.
Watermelon and Nitric Oxide
Watermelon is one of the richest natural sources of an amino acid called L-citrulline, which your body converts into nitric oxide. Nitric oxide signals blood vessels to widen, reducing the force of blood against artery walls. A 2025 meta-analysis of randomized controlled trials found that L-citrulline from supplements and watermelon intake lowered systolic blood pressure by about 4 mmHg and diastolic pressure by about 2.5 mmHg in middle-aged and older adults.
Watermelon also helps reduce inflammation markers that contribute to stiff, narrowed arteries. The L-citrulline is concentrated in the rind and the white flesh near the rind, so blending those parts into smoothies gets you more of the active compound than eating only the red flesh.
Pomegranate Juice Packs a Punch
Pomegranate juice contains compounds that directly inhibit ACE, the same enzyme targeted by a widely prescribed class of blood pressure medications. Researchers at the American Chemical Society identified three specific compounds in pomegranate that are potent natural ACE inhibitors. In one long-term study, drinking pomegranate juice daily for a year reduced systolic blood pressure by 21%. That reduction held steady over three years of continued consumption.
Pomegranate juice is calorie-dense, though, so an 8-ounce glass daily is a reasonable amount. Look for 100% pomegranate juice without added sugar.
Citrus Fruits and Blood Vessel Function
Oranges, lemons, and grapefruits contain flavonoids that improve how blood vessels function. In a double-blind trial, people with stage 1 hypertension who drank high-flavonoid citrus juice for five weeks saw diastolic blood pressure (the bottom number) drop by 3.7 mmHg. A separate study found that the amount of hesperidin naturally present in about two cups of orange juice lowered diastolic pressure by 4 mmHg compared to placebo. These studies consistently show diastolic benefits, though systolic pressure did not change significantly in either trial.
One important caution: grapefruit and grapefruit juice interfere with certain blood pressure medications, particularly calcium channel blockers like nifedipine. Grapefruit changes how your body metabolizes these drugs, potentially causing dangerously high levels in your bloodstream. If you take blood pressure medication, check whether grapefruit is on your list of foods to avoid.
Whole Fruit vs. Juice
Whole fruit is generally the better choice. A large study in postmenopausal women found that moderate amounts of 100% fruit juice (up to 8 ounces a day) did not increase hypertension risk. But drinking 24 ounces or more of fruit juice daily was associated with higher blood pressure risk, likely because of the concentrated sugar and calories without the fiber that slows absorption.
Whole fruit gives you fiber, which slows the release of natural sugars into your bloodstream and feeds beneficial gut bacteria. It also fills you up faster, making it harder to overconsume. When you do choose juice, stick to small portions of 100% juice, and pomegranate or prune juice offer the highest potassium return per ounce.
Don’t Worry About Fructose in Whole Fruit
A common concern is that the natural sugar in fruit could raise blood pressure. A systematic review and meta-analysis published in the AHA journal Hypertension found the opposite: when fructose replaced other carbohydrates calorie-for-calorie, it slightly lowered diastolic and mean arterial pressure. There was no increase in systolic blood pressure. The doses that cause problems in animal studies are far higher than what anyone would get from eating fruit, typically equivalent to drinking enormous quantities of sweetened beverages. Whole fruits also contain vitamin C, antioxidants, and other compounds that may buffer any negative effects of fructose.
How to Build Fruit Into Your Routine
The DASH eating plan calls for four to five servings of fruit daily on a 2,000-calorie diet. A serving is one medium fruit, half a cup of fresh or frozen fruit, or about 4 ounces of 100% juice. Spreading fruit across meals and snacks makes this easier to hit than trying to eat it all at once.
A practical daily approach might look like sliced kiwi with breakfast, an orange as a midday snack, watermelon after lunch, and a small glass of pomegranate juice with dinner. Variety matters because different fruits work through different mechanisms: potassium helps your kidneys clear sodium, citrus flavonoids improve vessel flexibility, watermelon boosts nitric oxide production, and pomegranate compounds inhibit the enzyme that tightens blood vessels. Eating a range of fruits gives you all of these benefits at once.
