Eating too much salt causes your body to hold onto extra water, raises your blood pressure, and over time can damage your heart, kidneys, brain, and bones. The recommended limit is less than 2,300 milligrams of sodium per day (about one teaspoon of table salt), but the average American consumes more than 3,400 mg daily.
What Happens in Your Body Right Away
Sodium is the main substance controlling how much water stays in your bloodstream and tissues. When you eat a salty meal, the sodium concentration outside your cells rises, and water moves toward it to restore balance. This is why you feel bloated, puffy, or thirsty after a plate of fries or a bag of chips. Your blood volume temporarily increases, and your heart has to pump harder to move that extra fluid.
Your kidneys immediately start working to flush the excess sodium out through urine. In a healthy person, this process brings things back to normal within a day or so. But if you consistently eat more salt than your kidneys can efficiently clear, the cycle of fluid retention and elevated pressure never fully resets.
In extreme cases of acute salt overload, blood sodium levels can climb high enough to affect the brain. Symptoms start with intense thirst and progress to confusion, muscle twitching, and in rare severe cases, seizures or coma. This level of salt poisoning is uncommon from normal eating but has occurred from challenges, dares, or accidental overconsumption of soy sauce or similar concentrated sources.
Blood Pressure and Heart Disease
The connection between salt and blood pressure is one of the most well-established links in nutrition. Adults who regularly consume high amounts of sodium have roughly a 25% greater risk of developing high blood pressure compared to those who keep their intake low. High blood pressure is the single largest risk factor for heart attack and stroke, so this is not a small increase in risk.
The mechanism is straightforward. More sodium means more fluid in your blood vessels, which means more pressure on artery walls. Over months and years, that sustained pressure damages the lining of your arteries, makes them stiffer, and forces your heart to work harder. The good news is that reducing sodium intake lowers blood pressure relatively quickly, often within weeks.
Kidney Damage Over Time
Your kidneys are the organs responsible for filtering excess sodium out of your blood. When you eat too much salt chronically, you’re essentially forcing your kidneys to work under constant pressure overload. The tiny filtering units inside the kidneys experience elevated pressure that can gradually wear them down, reducing their ability to filter blood efficiently and sometimes causing protein to leak into urine (an early sign of kidney trouble).
This creates a vicious cycle. As kidney function declines, the kidneys become less effective at removing sodium, which leads to even more fluid retention and higher blood pressure, which causes further kidney damage. People who already have any degree of kidney impairment are especially vulnerable to this spiral.
Effects on Your Brain
Research from the National Institute of Neurological Disorders and Stroke has revealed a surprising way salt affects the brain. Scientists initially assumed that a high-salt diet harmed cognition by reducing blood flow to the brain. That does happen: salt reduces the production of nitric oxide, a molecule that helps blood vessels in the brain relax and stay open. But the cognitive damage turns out to come from a different mechanism entirely.
When nitric oxide drops, it triggers a chain reaction that causes a protein called tau to clump together into aggregates. These tau clumps are the same type of protein tangles found in several forms of dementia. In animal studies, mice on high-salt diets developed both reduced brain blood flow and tau aggregates, but it was the tau, not the blood flow reduction, that caused their cognitive decline. Mice genetically unable to produce tau showed the same drop in blood flow but no loss in cognitive ability. The implication is that excess salt may contribute to dementia-like brain changes through a pathway that’s independent of its effects on circulation.
Stomach Cancer Risk
High salt intake is recognized as a major environmental risk factor for stomach cancer. Salt directly damages the protective lining of the stomach, causing chronic inflammation and creating conditions that encourage the growth of Helicobacter pylori, the bacterium most strongly linked to stomach cancer. Specifically, salt promotes the colonization of the most dangerous strains of H. pylori, which accelerate the progression from chronic inflammation to precancerous changes in the stomach lining.
Salt also increases oxidative stress in stomach tissue, which can damage cellular DNA and push cells further toward cancerous growth. Long-term high-salt diets disrupt the balance of bacteria in the gut more broadly, favoring the growth of harmful microbes. This combination of direct tissue damage, bacterial infection, DNA stress, and microbial imbalance is why countries with traditionally high-salt diets tend to have significantly higher rates of stomach cancer.
Bone Loss and Calcium Depletion
Salt and calcium share the same transport pathways in your kidneys. When your kidneys work to flush out excess sodium, they pull calcium along with it. A high-salt diet can increase the amount of calcium lost in urine by about 30 mg per day, which may not sound like much, but over years it adds up. Your body compensates for this calcium loss by pulling more calcium from your bones, gradually weakening them.
This effect is particularly concerning for postmenopausal women. Studies have found that women after menopause who habitually consume high amounts of sodium (9 grams or more of salt per day) show 5 to 10% greater urinary calcium excretion along with elevated markers of bone breakdown. Over time, this sustained calcium drain increases the risk of osteoporosis and fractures.
How to Read Labels and Reduce Intake
Most excess sodium doesn’t come from the salt shaker. It comes from processed and restaurant foods: bread, deli meats, canned soups, frozen meals, pizza, and condiments. The FDA uses a percentage system on nutrition labels called the Daily Value (%DV) to help you gauge how much sodium is in a serving. A food with 5% DV or less per serving is considered low in sodium. Anything at 20% DV or more is high. Since 100% DV equals 2,300 mg, a single serving at 20% DV already contains 460 mg of sodium.
Potassium works as a natural counterbalance to sodium. It helps your kidneys excrete sodium more efficiently and directly relaxes blood vessel walls, lowering blood pressure. Most Americans eat far too little potassium while eating too much sodium. Foods rich in potassium include bananas, potatoes, spinach, beans, yogurt, and avocados. Increasing your potassium intake while decreasing sodium is one of the most effective dietary changes you can make for blood pressure and long-term cardiovascular health.
