What Happens When You Eat Too Much Salt?

Eating too much salt triggers a chain reaction in your body that starts within hours and, if the habit continues, raises your risk for serious chronic disease. The World Health Organization recommends less than 2,000 mg of sodium per day (just under a teaspoon of table salt), but most people consume well above that. Here’s what actually happens inside your body when you do.

The First Few Hours: Thirst, Bloating, and Water Weight

The most immediate effect of a salty meal is thirst. Your body detects the spike in sodium and signals you to drink more water to dilute it. Your kidneys then slow down sodium excretion temporarily, holding onto extra fluid to keep the sodium-to-water ratio in your blood stable. That fluid retention shows up as puffiness in your face and hands, bloating in your abdomen, and a bump on the scale. It’s not fat gain. It’s water weight, and it typically resolves within a day or two once your sodium intake drops back down.

How Salt Raises Blood Pressure

When you consistently eat too much salt, your kidneys can’t flush it all out, and your blood volume expands. More fluid in your blood vessels means more pressure pushing against artery walls. That alone would be enough to raise blood pressure, but there’s a second mechanism at work.

Chronic high salt intake triggers your adrenal glands to produce a hormone-like substance that partially blocks the pumps responsible for moving sodium out of the smooth muscle cells lining your arteries. When sodium builds up inside those cells, calcium follows. The extra calcium causes the muscle cells to contract and stay contracted, narrowing your blood vessels and driving blood pressure even higher. This is why some people are especially “salt-sensitive”: the degree to which this narrowing mechanism kicks in varies from person to person.

Effects on Your Bones and Kidneys

Your kidneys handle sodium and calcium through many of the same channels. When they work harder to flush out excess sodium, they lose calcium in roughly the same proportion. Over time, this steady calcium drain can weaken bones. Research from the University of Chicago Kidney Stone Program notes that higher sodium intake reliably raises urinary calcium, and that reducing salt while eating enough calcium should improve bone mineral balance. That lost calcium also has to go somewhere: it concentrates in your urine, which raises your risk of developing kidney stones.

Stomach Cancer Risk

One of the lesser-known consequences of a high-salt diet is an increased risk of stomach cancer. A large meta-analysis found that people with high salt intake had a 68% greater risk of stomach cancer compared to those with low intake. Even moderate salt intake raised the risk by 41%.

The biology behind this is straightforward. Excess salt directly damages the protective mucous lining of the stomach, creating conditions for chronic inflammation. It also promotes the colonization of H. pylori, a bacterium strongly linked to stomach cancer, particularly its more aggressive strains. Over time, this combination of mucosal damage, chronic inflammation, increased oxidative stress to cellular DNA, and shifts in gut bacteria creates a favorable environment for cancerous changes. A Japanese nationwide survey found that stomach cancer patients consumed an average of 7.8 grams of salt per day, compared to 6.4 grams among non-patients.

Potential Effects on Brain Health

Animal research from the National Institutes of Health has shown that a high-salt diet may affect the brain in ways that go beyond reduced blood flow. Mice fed extremely high-salt diets for several months developed chemical changes to a protein called tau, causing it to clump together in the brain. Tau clumps are a hallmark of Alzheimer’s disease and other dementias. The mice on high-salt diets had trouble recognizing new objects and navigating mazes, and the degree of cognitive decline tracked with how much tau had accumulated.

Interestingly, mice genetically engineered to lack tau were protected from cognitive decline even on the high-salt diet, suggesting that tau, not reduced blood flow, was the primary driver. These results come from mice eating 8 to 16 times their normal salt levels over months, so the direct translation to humans isn’t settled. But the findings point to a plausible biological pathway between long-term excess sodium and cognitive decline.

How Your Body Clears Excess Sodium

Drinking more water helps your kidneys flush sodium faster, but potassium plays an equally important role. Potassium directly increases sodium excretion through urine and helps relax blood vessel walls, counteracting salt’s blood-pressure-raising effects. This is especially pronounced in people who are salt-sensitive.

Whole grains also make a difference. Whole-wheat flour and brown rice contain significantly more potassium than their refined counterparts. In practical terms, the top potassium sources in the average American adult’s diet are milk, coffee, tea, and potatoes, so small shifts toward these foods can help offset a high-sodium day.

Where Hidden Sodium Lurks

Most excess sodium doesn’t come from the salt shaker. Packaged and restaurant foods are the primary source for most people. Bread, deli meats, pizza, canned soups, cheese, and condiments like soy sauce and salad dressings often contain far more sodium per serving than people expect. A single restaurant entrée can easily exceed an entire day’s recommended limit in one sitting. Reading nutrition labels and choosing lower-sodium versions of staple foods is one of the most effective ways to bring your intake closer to the recommended 2,000 mg per day.
