What Has More Protein: Turkey or Beef?

The real deciding factor between these two meats often comes down to fat, calories, and the other nutrients riding alongside that protein.

Ground Turkey vs. Ground Beef by Fat Percentage

Most people comparing turkey and beef are standing in the grocery aisle looking at ground meat. When both are sold at the same lean-to-fat ratio, the protein content is close enough that it rarely matters for meal planning. At 93% lean, a 3-ounce serving of either delivers roughly 20 to 22 grams of protein. The same is true at 85/15. Unless you’re tracking macros down to the gram, the protein difference between ground turkey and ground beef at equivalent fat levels is negligible.

Where the two diverge more meaningfully is at the extremes. You can buy 99% fat-free ground turkey, a product that doesn’t really have a beef equivalent. That ultra-lean turkey packs maximum protein with minimal fat, which makes it popular for people on strict calorie budgets. On the other end, the fattiest ground beef options (70/30 or 73/27) have slightly less protein per serving because fat displaces some of the meat’s lean tissue.

Whole Cuts Tell a Different Story

The gap widens when you move from ground meat to whole cuts. Turkey breast is one of the most protein-dense foods you can eat: 30.1 grams of protein per 3.5 ounces of cooked meat. That’s higher than beef tenderloin roast (27.7 g), lean steak (27.3 g), and 90% lean ground beef (26.1 g) in the same serving size. Turkey breast is also extremely low in fat, which means a higher percentage of its calories come from protein alone.

Beef catches up when you look at fattier or more flavorful cuts like ribeye, strip steak, or brisket, but those come with significantly more calories. If your goal is pure protein per calorie, skinless turkey breast wins. If you’re less concerned about calories and want a broader nutrient profile, beef steaks hold their own on protein while offering other advantages.

Protein Quality Is Comparable

Both turkey and beef are complete proteins, meaning they contain all nine essential amino acids your body can’t make on its own. Your body absorbs and uses animal protein very efficiently regardless of the source. Cooked ground beef scores around 92 to 99 on the DIAAS scale, which measures how well your body can digest and use the amino acids in a food (100 is considered excellent). Turkey scores similarly, though it’s been less extensively studied. For practical purposes, the protein in a turkey burger and a beef burger is equally useful for building and repairing muscle.

Where Beef Pulls Ahead: Iron, Zinc, and B12

Beef consistently outperforms turkey in three key nutrients that many people, especially women and older adults, don’t get enough of. In a 3-ounce serving of 93% lean ground meat, beef provides 2.7 mg of iron compared to turkey’s 1.3 mg. That’s roughly double. The zinc gap is even wider: 5.9 mg in beef versus 3.2 mg in turkey. And beef delivers 2.4 mg of vitamin B12 to turkey’s 1.6 mg.

These differences hold across fat percentages. Even comparing 85/15 versions, beef still supplies about 50% more iron, nearly double the zinc, and significantly more B12 per serving. The 99% fat-free ground turkey performs worst on these micronutrients, dropping to just 0.67 mg of iron, 1.9 mg of zinc, and 0.57 mg of B12. If you’re relying on ground turkey as your primary protein source, you may want to pay attention to these nutrients elsewhere in your diet.

Calories and Fat: Turkey’s Advantage

Turkey’s main selling point has never really been protein, it’s been leanness. At comparable fat percentages, ground turkey tends to run slightly lower in total calories and saturated fat than ground beef. The difference is modest at 93% lean but becomes more significant at 85/15, where beef’s fat carries more saturated fatty acids than turkey’s. For people managing cholesterol or simply trying to eat fewer calories, turkey is the lighter option.

Beef is also classified as red meat, and current health guidelines from the NHS recommend limiting red and processed meat intake to an average of no more than 70 grams per day (cooked weight) if you’re currently eating above 90 grams. Turkey, as a white meat, doesn’t fall under this recommendation, which gives it some flexibility for people who eat meat daily.

Choosing Based on Your Goals

If you’re optimizing purely for protein per calorie, turkey breast is the better choice. It delivers more protein per serving than any common beef cut while keeping fat and calories low. For ground meat at the same leanness, the protein difference is too small to base a decision on.

If you’re looking for the most nutritionally complete option, beef brings meaningfully more iron, zinc, and B12 to the table. This matters most for people who are prone to low iron (like menstruating women or endurance athletes) or who eat limited amounts of meat overall and need each serving to count.

For most people, the best approach is probably not picking one over the other. Rotating between turkey and beef gives you the calorie efficiency of turkey alongside the mineral density of beef, and keeps your meals from getting monotonous in the process.
