The most effective ways to prevent a cold are also the simplest: wash your hands regularly, sleep more than six hours a night, and stay physically active. No single habit makes you bulletproof against the 200-plus viruses that cause the common cold, but layering several proven strategies together meaningfully lowers your odds of getting sick.
Handwashing Is the Single Best Defense
Cold viruses spread primarily through your hands. You touch a contaminated doorknob, rub your eye, and the virus has a direct route to your mucous membranes. Promoting regular handwashing with soap reduces upper respiratory infections by about 26%, according to a large systematic review published in The Lancet covering 27 comparisons across multiple studies. That’s a substantial reduction from a habit that costs nothing and takes 20 seconds.
The key details matter. Soap and water outperform hand sanitizer for most cold viruses because rhinoviruses (the most common culprit) are non-enveloped, meaning alcohol-based sanitizers are less effective against them. Wash for at least 20 seconds, scrubbing between fingers and under nails. The moments that matter most: after being in public spaces, before eating, and after touching shared surfaces like elevator buttons, shopping carts, or subway poles.
Cold viruses can survive on hard, nonporous surfaces for several hours to days. They remain infectious longer on materials like stainless steel and plastic than on porous surfaces like fabric. Wiping down your phone, keyboard, and desk periodically during cold season is a practical complement to handwashing, especially in shared workspaces.
Sleep Changes Your Susceptibility Dramatically
Sleep is one of the most underestimated factors in cold prevention, and the research is striking. In a study where healthy volunteers were deliberately exposed to a cold virus through nasal drops, those sleeping fewer than six hours per night were about 4.2 to 4.5 times more likely to develop a cold than those sleeping more than seven hours. People getting between six and seven hours showed no significantly elevated risk, which points to a clear threshold: six hours is the danger line.
This wasn’t based on people guessing how much they slept. Researchers tracked sleep with wrist monitors for a week before exposing participants to the virus, so the data reflects actual sleep, not self-reported estimates. The takeaway is concrete: consistently getting more than six hours of sleep, and ideally seven or more, is one of the most powerful things you can do to keep from catching a cold.
Regular Exercise Builds Immune Resilience
Moderate aerobic exercise, the kind that gets your heart rate up but still lets you hold a conversation, reduces cold frequency over time. A year-long study published in The American Journal of Medicine tracked postmenopausal women assigned to either moderate-intensity exercise or gentle stretching. By the final three months of the study, the stretching group had more than three times the cold risk of the exercise group.
The benefit appears to come from consistent, moderate activity rather than intense bursts. Walking briskly, cycling, swimming, or jogging for 30 to 45 minutes most days of the week fits the profile used in prevention research. Interestingly, very intense or prolonged exercise (marathon training, for example) can temporarily suppress immune function, creating a window of increased vulnerability. Moderate and regular is the sweet spot.
Chronic Stress Makes You More Vulnerable
Stress doesn’t just make you feel run down. It changes how your immune system responds to viruses at a cellular level. Under chronic stress, your immune cells become less responsive to cortisol, the hormone that normally keeps inflammation in check. When cortisol signaling stops working properly, your body’s inflammatory response becomes poorly regulated, and you’re less equipped to fight off a cold virus efficiently.
Research from Carnegie Mellon University quantified this: people who had experienced a recent major stressful life event were about twice as likely to develop a cold after being exposed to a rhinovirus compared to those without significant stress. The word “chronic” is important here. A bad day at work won’t tank your immune system, but weeks or months of unresolved stress, whether from relationship problems, financial strain, or caregiving demands, creates a measurable biological shift. Anything that genuinely reduces your stress burden, whether that’s exercise, better sleep, social connection, or scaling back commitments, also functions as cold prevention.
What About Vitamin C, Zinc, and Vitamin D?
Vitamin C is probably the most famous cold remedy, but the evidence for prevention is thin. Taking 200 to 1,000 mg daily does not prevent colds in the general population. The exception is people under extreme physical stress: marathon runners, soldiers training in subarctic conditions, and similar groups may see some protective benefit. For most people going about normal daily life, supplementing vitamin C won’t reduce how often you get sick, though it may modestly shorten how long a cold lasts once you have one.
Zinc has stronger evidence for treatment than prevention. Taking zinc lozenges within the first 24 hours of cold symptoms can shorten the duration of illness by roughly a third when the dose exceeds 75 mg of elemental zinc per day. But as a daily preventive supplement, the evidence isn’t there yet. The most recent Cochrane review concluded that current data is insufficient to recommend zinc supplementation for cold prevention.
Vitamin D is a more nuanced story. People with low vitamin D levels tend to get respiratory infections more frequently, and the relationship appears to follow a gradient: higher levels correlate with fewer illnesses. One cross-sectional study found that nearly a quarter of adults were deficient at baseline, and after supplementation brought 85% of participants to optimal levels, respiratory illness frequency dropped. If you live in a northern climate, work indoors, or have darker skin, you’re more likely to be deficient, and correcting that deficiency may reduce your cold risk. But megadosing vitamin D beyond what’s needed to reach normal levels hasn’t been shown to provide extra protection.
Avoid Touching Your Face
This sounds simple, but the average person touches their face 16 to 23 times per hour, often unconsciously. Your eyes, nose, and mouth are the entry points for cold viruses, and your hands are the delivery system. Even with good handwashing habits, you can’t wash your hands after every surface you touch throughout the day. Building awareness of face-touching, particularly during cold season or when you’re in crowded indoor spaces, closes one of the biggest gaps in your defenses.
Putting It All Together
Cold prevention works best as a collection of habits rather than any single intervention. The strategies with the strongest evidence, ranked roughly by impact, are getting more than six hours of sleep per night, washing your hands frequently with soap, exercising moderately most days, and managing chronic stress. Supplements play a limited role for most people, though correcting a vitamin D deficiency is worth doing for reasons well beyond cold prevention. None of these habits require special equipment or medical guidance, and they compound: someone who sleeps well, stays active, and washes their hands regularly is stacking meaningful layers of protection against the hundreds of viruses circulating every season.
