Sore muscles after exercise are a normal part of how your body adapts and gets stronger. The discomfort usually peaks 24 to 72 hours after a workout, a process known as delayed onset muscle soreness (DOMS). The good news is that several straightforward strategies can ease the pain and speed your recovery.
Why Your Muscles Get Sore
Your muscles are made of thousands of tiny fibers that stretch and contract as you move. When you push harder than usual, you create microscopic tears in those fibers. That sounds alarming, but it’s actually how muscles grow: your body repairs those tears and builds the fibers back a little stronger each time.
Certain types of movement cause more soreness than others. Eccentric exercises, where a muscle is under tension while it lengthens, are the biggest culprits. Think of the lowering phase of a bicep curl, walking downhill, or the descent in a squat. These movements create more micro-damage than the lifting phase, which is why a hike with steep downhill stretches can leave your legs aching for days. The micro-tears trigger a local inflammatory response as your body sends repair signals to the area, and that inflammation is what produces the stiffness and tenderness you feel.
Keep Moving With Light Activity
One of the most effective things you can do for sore muscles is, counterintuitively, more movement. Low-intensity exercise increases blood circulation, which helps deliver nutrients to damaged tissue and clear out inflammatory byproducts. This approach, called active recovery, doesn’t need to be complicated. Walking, easy cycling, swimming, yoga, or gentle stretching all qualify. The key is keeping the effort well below what caused the soreness in the first place.
If a walk around the block is normally challenging for you, anything that gets your heart pumping and blood moving afterward counts as active recovery. Even 15 to 20 minutes of light movement can noticeably reduce stiffness compared to sitting still all day.
Ice and Heat: When to Use Each
Cold therapy reduces pain and inflammation, making it most useful in the first 48 hours after the workout that caused your soreness. An ice pack, a bag of frozen vegetables, or a cold bath applied for 15 to 20 minutes at a time can take the edge off. Always place a cloth between ice and skin to avoid irritation.
Heat therapy works better after that initial 48-hour window. A warm bath, heating pad, or hot towel increases blood flow to the area, loosening tight muscles and promoting recovery. Many people find alternating between cold and warm (contrast therapy) helpful, but the simplest rule is: cold early, heat later.
Foam Rolling and Massage
Foam rolling applies pressure to sore muscles in a way that’s similar to a sports massage. It helps break up tension, increase blood flow, and temporarily reduce the sensation of tightness. Rolling slowly over a sore area for 60 to 90 seconds per muscle group after a workout, or on rest days, can meaningfully reduce how stiff you feel the next morning. It won’t eliminate soreness entirely, but most people notice an improvement in range of motion almost immediately.
Professional massage works through the same basic mechanism on a deeper level. If soreness is a regular issue for you, even occasional sports massage sessions can help manage it.
Hydration and Electrolytes
Dehydration makes muscle soreness and cramping worse. Your muscles need adequate fluid to function properly, and the repair process after exercise demands even more. A practical hydration strategy looks like this:
- Before exercise: 16 to 24 ounces of water or a sports drink about two hours beforehand.
- During exercise: If your workout lasts longer than 45 minutes, a sports drink with electrolytes works better than plain water.
- After exercise: 16 to 24 ounces of fluid, ideally aiming for about 24 ounces per pound of body weight lost through sweat.
Electrolytes matter because sodium, potassium, and magnesium all play roles in muscle contraction and relaxation. If you use a sports drink, look for roughly 300 milligrams of sodium per 16-ounce serving and 3% to 6% carbohydrate content. Coconut water is a popular natural alternative, though adding a quarter teaspoon of salt per 8 ounces makes it more effective for recovery.
Magnesium for Muscle Relaxation
Magnesium helps reduce inflammation and relax muscles, making it one of the more useful minerals for managing soreness. Many people don’t get enough through diet alone, especially if they exercise regularly. Foods rich in magnesium include dark leafy greens, nuts, seeds, beans, and whole grains. Epsom salt baths (magnesium sulfate dissolved in warm water) are a popular recovery ritual, combining the benefits of magnesium absorption with heat therapy.
Tart Cherry Juice and Anti-Inflammatory Foods
Tart cherry juice has become one of the better-studied natural remedies for exercise-induced soreness. Tart cherries are rich in anthocyanins and other compounds with strong antioxidant and anti-inflammatory properties. Research shows that tart cherry supplementation reduces inflammation and oxidative stress after exercise, and specifically dampens the proteins involved in the muscle inflammatory response.
You have several options for supplementation. About 60 to 90 milliliters of cherry juice concentrate mixed with water is one of the most common approaches. Capsules containing 200 to 500 milligrams of tart cherry powder work too. Some studies used 480 to 500 milligrams per day of powdered tart cherry for 10 days around an intense training period. Look for Montmorency tart cherry products specifically, as these contain the highest concentrations of the beneficial compounds.
Beyond tart cherries, an overall anti-inflammatory diet helps. Foods rich in omega-3 fatty acids (salmon, sardines, walnuts), berries, ginger, and turmeric all support recovery. Protein intake matters too. Consuming adequate protein after exercise gives your body the raw materials it needs to repair those micro-tears efficiently.
Sleep and Recovery Time
Most of your muscle repair happens while you sleep. Growth hormone release peaks during deep sleep, driving the tissue rebuilding process. Cutting sleep short doesn’t just make you feel more sore the next day; it genuinely slows recovery at a cellular level. Aiming for seven to nine hours gives your body the window it needs to do its repair work.
Soreness from a new or intense workout typically resolves within three to five days. If you’re consistently sore for longer, you may be training too hard or too frequently without adequate recovery between sessions. Building intensity gradually, rather than jumping into a demanding new routine, reduces the severity of DOMS significantly.
When Soreness Is Something More Serious
Normal muscle soreness feels like general stiffness and tenderness that improves with movement and fades within a few days. Certain warning signs suggest something beyond typical DOMS. Rhabdomyolysis is a rare but dangerous condition where severe muscle breakdown releases proteins into the bloodstream that can damage the kidneys. Watch for these red flags:
- Dark urine: Tea-colored or cola-colored urine is the most distinctive warning sign.
- Pain that seems far worse than expected given the exercise you did.
- Unusual weakness or fatigue: Being unable to complete tasks you could normally handle easily.
Symptoms of rhabdomyolysis can appear hours or even days after the initial muscle injury, and you can’t distinguish it from severe soreness based on symptoms alone. A blood test is the only way to confirm it. If your urine turns dark or your pain feels disproportionate to your workout, seek medical attention promptly.
