Elevating your head, rinsing your sinuses before bed, and keeping your bedroom humidity between 30 and 50 percent are the most effective non-drug strategies for relieving a stuffy nose at night. The congestion you feel when you lie down isn’t just in your head. Gravity, your body’s internal clock, and your sleep environment all conspire to make nasal breathing harder once you’re horizontal.

Why Your Nose Gets Worse at Night

During the day, gravity pulls mucus down your throat without you noticing. When you lie flat, that drainage slows dramatically. Mucus pools in your sinuses, and blood flow to nasal tissues increases, causing the lining to swell. The result is that plugged-up feeling that seems to appear out of nowhere the moment your head hits the pillow.

Your body also runs a natural “nasal cycle” controlled by your autonomic nervous system. Throughout the day and night, one nostril gradually swells while the other opens up, alternating roughly every 90 minutes. During sleep, this cycle syncs with your sleep stages, switching nostrils during REM phases. A meta-analysis comparing different saline concentrations found that both regular (isotonic) saline and saltier (hypertonic) solutions reduce nasal symptoms effectively, with no significant difference between the two. So whichever type feels more comfortable is fine. The key is doing it consistently, not choosing a specific formulation.

If a full rinse feels like too much, a simple saline spray offers a milder version of the same benefit. It won’t flush debris as thoroughly, but it moistens dried-out nasal passages and loosens mucus so it drains more easily once you’re propped up.

Get Your Bedroom Humidity Right

Dry air pulls moisture from your nasal lining, leaving it irritated and swollen. Indoor humidity between 30 and 50 percent keeps your airways comfortable without creating conditions that favor mold growth. A basic hygrometer (under $15 at most hardware stores) tells you where you stand. If your bedroom falls below 30 percent, which is common in winter with forced-air heating, a cool-mist humidifier beside your bed can help. Clean it every few days to prevent bacteria and mold from building up in the water reservoir.

Going above 50 percent creates its own problems. High humidity encourages dust mites and mold, both of which trigger the congestion you’re trying to fix.

Reduce Allergens in Your Bedding

Dust mites thrive in mattresses, pillows, and fabric. They’re one of the most common triggers for nighttime congestion because your face is pressed into their habitat for eight hours straight. Washing sheets and pillowcases weekly in hot water kills mites and removes the protein fragments that cause allergic reactions. Encasing your mattress and pillows in allergen-proof covers adds another barrier.

Wipe hard surfaces in your bedroom with a damp or microfiber cloth rather than a dry duster, which just sends particles airborne. If you have carpet in your bedroom and chronic nighttime congestion, vacuuming twice a week with a HEPA-filter vacuum helps, though hard flooring is better long-term for allergy sufferers. Pets that sleep in the bed introduce dander, another potent allergen, so keeping them off the bed (or at least off the pillow area) is worth trying for a couple of weeks to see if it makes a difference.

If you’ve tried strips and found them underwhelming, an internal dilator is worth the upgrade.

Decongestant Sprays: Effective but Short-Term

Medicated nasal sprays containing active decongestants shrink swollen tissue within minutes and can feel like a miracle on a miserable night. The catch is rebound congestion. When you use these sprays for more than about three consecutive days, your nasal lining starts to swell worse than before once the medication wears off, creating a cycle that’s hard to break. The standard recommendation is to limit use to three days at a time. For a bad cold that’s ruining your sleep for a couple of nights, they’re a reasonable short-term tool. For ongoing congestion, they’ll make things worse.

Steroid nasal sprays work differently. They reduce inflammation gradually over days to weeks and don’t cause rebound. If allergies or chronic sinus inflammation drive your nighttime stuffiness, these are a better long-term option.

A Pre-Sleep Routine That Works

Combining several of these strategies is more effective than relying on any single one. A practical routine looks like this:

  • At bedtime: Insert a nasal dilator or apply a strip if mechanical obstruction is part of the problem.
  • In bed: Sleep on a wedge or elevated pillows so gravity assists drainage throughout the night.
