Muscle soreness after exercise typically responds well to a combination of light movement, temperature therapy, good sleep, and proper nutrition. Most post-workout soreness, known as delayed onset muscle soreness (DOMS), peaks one to three days after your workout and resolves on its own within about a week. But several strategies can reduce its intensity and speed up your recovery.
Why Your Muscles Get Sore
Your muscles are made of thousands of tiny fibers that stretch and contract as you move. When you push harder than usual, whether that’s a new exercise, heavier weights, or a longer run, you create microscopic tears in those fibers. That sounds alarming, but it’s actually how muscles grow. Your body repairs those tears and builds the fibers back slightly stronger and thicker than before.
The soreness you feel isn’t from the tears themselves. It’s from the inflammation your body generates as part of the repair process. That’s why the pain doesn’t hit immediately. It takes time for the inflammatory response to ramp up, which is why soreness typically starts 12 to 24 hours after exercise and peaks around 48 to 72 hours.
Light Movement Speeds Recovery
It’s tempting to stay on the couch when your legs are aching, but gentle activity is one of the most effective things you can do. Moving at a low intensity increases blood flow to your muscles, which delivers oxygen and nutrients needed for repair while flushing out inflammatory byproducts. Research from the American Council on Exercise found that athletes recovered faster when they kept moving at less than 50% of their maximum effort. A 2017 study confirmed that just 10 minutes of self-paced activity at 50 to 60% effort was enough to see benefits.
In practical terms, this means a walk, an easy bike ride, gentle swimming, or light yoga. You’re not trying to get a workout in. You’re trying to keep blood moving through sore tissue without adding more damage. If the activity makes your soreness worse, you’ve gone too hard.
When to Use Ice and When to Use Heat
Cold and heat work differently on sore muscles, and getting the timing right matters. Cold narrows blood vessels, which reduces blood flow, inflammation, and swelling. Heat does the opposite: it opens blood vessels, increasing blood flow and delivering more protein, nutrients, and oxygen to the injured area. Both can help, but at different stages.
Cold therapy works best in the first one to three days after a hard workout, when inflammation is at its peak. An ice pack, cold bath, or even a bag of frozen vegetables wrapped in a towel applied for 15 to 20 minutes can dull the pain and limit swelling. You can continue using cold for up to 10 days if heat or swelling persists.
Heat therapy should wait until the initial inflammation has calmed down, typically after the first two to three days. At that point, a warm bath, heating pad, or warm compress helps relax tight muscles and accelerates the delivery of repair materials through increased blood flow. Applying heat too early, while the area is still inflamed, can make swelling worse.
Sleep Is Where the Real Repair Happens
Your body does its heaviest muscle repair while you sleep, and the specific stage that matters most is deep sleep (also called non-REM sleep). During this phase, your brain ramps up the release of growth hormone, which drives muscle and bone rebuilding while reducing fat tissue. Researchers at UC Berkeley recently mapped the exact brain circuits involved: two signaling hormones work together during sleep to boost growth hormone output in ways that don’t happen when you’re awake.
If you’re consistently sleeping fewer than seven hours, or your sleep quality is poor, you’re cutting short the window your body needs for repair. On nights after hard training, prioritizing sleep may do more for your soreness than any supplement or ice bath. Keep your room cool, avoid screens before bed, and aim for seven to nine hours.
What to Eat and Drink for Recovery
Staying hydrated plays a role in how sore you feel. The research on dehydration and muscle damage is still limited, but there’s evidence pointing in a clear direction. One study found that symptoms of soreness, both pain and tenderness, were worse when participants were dehydrated before exercise. Dehydrated wrestlers in another study showed higher levels of blood markers associated with muscle damage compared to those who stayed hydrated. Drinking enough water before, during, and after exercise is a simple step that may keep soreness from being worse than it needs to be.
Protein intake matters too, since your body needs amino acids to rebuild damaged muscle fibers. Eating 20 to 40 grams of protein within a few hours of your workout gives your body the raw materials it needs. Good sources include chicken, fish, eggs, Greek yogurt, or a protein shake.
Tart cherry juice has become a popular recovery drink, and the evidence behind it is surprisingly solid. The natural compounds in tart cherries (called anthocyanins) have strong anti-inflammatory properties. The typical protocol in studies is 30 mL of tart cherry concentrate twice daily, starting three to seven days before intense exercise, taken one to two hours before the event, and continued for two to four days afterward. That’s a longer commitment than most people expect, but it does appear to reduce soreness and speed recovery when used consistently.
The Role of Magnesium
Magnesium supports muscle contraction, relaxation, and the body’s inflammatory response. Clinical studies have shown that supplementation can reduce muscle soreness and inflammation in athletes, likely by decreasing lactate levels and dampening exercise-induced damage. There’s one important caveat: if your magnesium levels are already normal, taking more won’t help. Supplementation primarily benefits people who are deficient or borderline, which is actually quite common in active people who sweat heavily.
For those who do supplement, increasing intake by 10 to 20% above the recommended daily amount, taken about two hours before exercise, appears to be the most effective approach. You can also boost magnesium through foods like spinach, almonds, pumpkin seeds, and dark chocolate.
Be Careful With Pain Relievers
Reaching for ibuprofen or aspirin when you’re sore is understandable, but it comes with trade-offs. These medications work by blocking enzymes involved in inflammation, and that same inflammation is part of how your muscles adapt and grow. Research has shown that taking 1,200 mg of ibuprofen daily (a standard over-the-counter dose) reduced muscle protein rebuilding 24 hours after resistance exercise and impaired muscle growth over an eight-week training period in young adults. The drug also appeared to blunt the body’s ability to activate satellite cells, which are the stem cells responsible for repairing and adding to muscle fibers.
Interestingly, this effect seems age-dependent. In older adults, the same medications actually led to greater increases in muscle size after resistance training. And lower doses below the maximum over-the-counter amount didn’t show the same inhibitory effect. If you’re young and training to build strength, relying on anti-inflammatory painkillers after every workout may be quietly undermining your progress. Using them occasionally for severe soreness is a different story than taking them as a routine recovery tool.
When Soreness Could Be Something Serious
Normal muscle soreness is uncomfortable but manageable. It peaks within a few days and gradually fades. There’s a rare but dangerous condition called rhabdomyolysis where muscle fibers break down so severely that their contents leak into the bloodstream, potentially damaging the kidneys.
The hallmark warning sign is urine that turns brown, red, or tea-colored. Other symptoms include severe muscle swelling, extreme weakness or stiffness that goes beyond typical soreness, nausea, decreased urination, or loss of consciousness. Symptoms usually develop one to three days after a muscle injury, which overlaps with the normal DOMS timeline, making it easy to dismiss. If your soreness is accompanied by dark urine or feels dramatically worse than anything you’ve experienced from a workout before, that warrants immediate medical attention. Rhabdomyolysis can lead to kidney failure if untreated.
