What Is a Good Running Heart Rate by Age?

A good running heart rate for most people falls between 50% and 85% of their maximum heart rate, with the exact number depending on age and the type of run. Your maximum heart rate drops as you age, so the target range shifts downward with each decade. A 30-year-old doing a moderate run might aim for 133 to 152 bpm, while a 50-year-old on the same effort would target 119 to 136 bpm.

How to Find Your Maximum Heart Rate

Every heart rate target starts with estimating your max. The simplest formula is 220 minus your age, but a more accurate version, developed by researcher Hirofumi Tanaka, uses 208 minus 0.7 times your age. The difference matters more as you get older. For a 25-year-old, both formulas land close together. For a 60-year-old, the classic formula gives 160 bpm while Tanaka’s gives 166, a gap that shifts your training zones by several beats per minute.

A study of recreational marathon runners found that the classic 220-minus-age formula underestimated max heart rate in men by about 3 bpm and overestimated it in women by about 5 bpm. Tanaka’s formula performed better overall. Here are the estimated max heart rates using both formulas:

These are estimates. Your true max can vary by 10 to 15 bpm in either direction based on genetics, fitness level, and individual physiology. If you’ve ever hit a number well above or below these during an all-out effort, your actual max is probably closer to what your body showed you.

Target Heart Rate Zones by Age

Running isn’t one intensity. An easy jog, a tempo run, and a sprint finish use different heart rate zones, and each zone has a different purpose. The five standard zones are calculated as percentages of your max heart rate. Using Tanaka’s formula, here’s what the key zones look like across ages:

Zone 2: Easy Runs (60% to 70% of Max)

Zone 1 (50% to 60%) covers warm-ups and cool-downs. Zone 5 (90% to 100%) is an all-out sprint you can only sustain for short bursts. Most of your running should happen in Zones 2 and 3.

Why Most of Your Running Should Feel Easy

If you’re running with a heart rate monitor and every run pushes you into Zone 4 or higher, you’re probably training too hard too often. Elite endurance athletes spend the majority of their training time in Zone 2, the conversational-pace zone where you can talk in full sentences without gasping.

Zone 2 training builds your aerobic engine in ways that harder running simply doesn’t. At this intensity, your body primarily burns stored fat for fuel, strengthens the heart muscle so it pumps more blood per beat, and grows new capillaries around your muscles to improve oxygen delivery. Your cells also get better at producing energy by improving the function of mitochondria, the structures inside each cell that convert fuel into usable power. This is the foundation that makes faster running possible later.

Training in Zone 2 also carries less injury risk. You’re working hard enough to build endurance but not so hard that your muscles, joints, and connective tissue break down faster than they can recover. For newer runners especially, keeping your heart rate in that 60% to 70% range feels surprisingly slow, but the fitness gains accumulate over weeks and months.

What Your Resting Heart Rate Tells You

Your heart rate while running matters, but your resting heart rate reveals how fit your cardiovascular system has become over time. A normal resting heart rate for adults falls between 60 and 100 bpm. Active runners and endurance athletes often see resting rates as low as 40 bpm, because a stronger heart pumps more blood with each beat and doesn’t need to beat as frequently at rest.

If you’ve been running consistently and notice your resting heart rate dropping over weeks or months, that’s a reliable sign your cardiovascular fitness is improving. A sudden spike in your resting heart rate on a given morning, on the other hand, can signal that you’re overtrained, under-recovered, fighting off an illness, or dehydrated.

How Quickly Your Heart Rate Recovers

Heart rate recovery is another useful number to track. After you stop running, your heart rate should drop fairly quickly. A healthy benchmark is a drop of 18 beats or more within the first minute of rest. If your heart rate stays elevated and barely moves after you stop exercising, your cardiovascular fitness likely has room to improve, or you may have pushed harder than your current fitness supports.

As you get fitter, your heart rate recovery tends to speed up. Tracking this number over time gives you a simple, no-cost way to gauge whether your training is making your heart more efficient.

Signs Your Heart Rate Is Too High

Your watch gives you a number, but your body gives you context. A heart rate of 175 during a hard interval might be perfectly fine for a fit 30-year-old. The same number during an easy jog for a 55-year-old is a red flag. Beyond the numbers, pay attention to how you feel. Heavy, labored breathing that doesn’t ease up, dizziness, chest tightness, or a pounding sensation that feels uncontrolled are all signals to slow down or stop.

Your body also fuels itself differently at higher intensities. In Zones 1 through 3, your body relies heavily on fat for energy. Once you cross into Zones 4 and 5, your body switches to burning stored carbohydrates and protein. That’s fine for short, intense efforts, but if you’re spending entire runs at that intensity, you’ll burn through your glycogen stores quickly, bonk sooner, and recover more slowly between sessions.

Putting the Numbers to Use

Start by estimating your max heart rate with the Tanaka formula (208 minus 0.7 times your age). Multiply that number by 0.6 and 0.7 to find your Zone 2 range, which is where your easy runs should land. For tempo runs or harder efforts, Zone 3 and Zone 4 give you the targets. If you’re new to heart rate training, expect a humbling first few weeks. Staying in Zone 2 often means slowing way down, sometimes to a jog-walk pace. That’s normal and temporary.

Over time, you’ll notice that the same pace produces a lower heart rate, your resting heart rate drops, and your recovery after hard efforts speeds up. Those changes mean your heart is getting stronger, pumping more blood per beat, and your muscles are extracting oxygen more efficiently.
