For most healthy adults, up to 400 milligrams of caffeine per day is considered safe. That’s the threshold cited by the FDA, and it translates to roughly four 8-ounce cups of brewed coffee. But “healthy” isn’t one-size-fits-all when it comes to caffeine. Your genetics, your age, whether you’re pregnant, and how well you sleep all shift that number, sometimes significantly.
The 400-Milligram Guideline
The 400-milligram daily limit is the most widely referenced benchmark. At that level, most people won’t experience negative effects like a racing heart, jitteriness, or digestive trouble. A review of 95 studies found that drinking two to five cups of coffee per day may actually offer protective benefits, including lower risk of heart disease, type 2 diabetes, and certain cancers. Coffee also contains magnesium, potassium, vitamin B, and plant compounds that help reduce cell damage and support metabolism.
That said, 400 milligrams is a ceiling, not a target. If you feel fine on one cup a day, there’s no reason to drink more.
Caffeine Content in Common Drinks
One of the trickiest parts of tracking caffeine is that serving sizes vary wildly. An 8-ounce cup of brewed coffee contains about 96 mg of caffeine, but most coffee shop servings are 12 to 20 ounces, meaning a single “cup” could deliver 150 to 250 mg. Here’s what standard servings look like:

Why Your Genetics Change the Equation
About 54% of people carry a gene variant that makes them “slow metabolizers” of caffeine. Their bodies clear the stimulant more slowly, leading to higher caffeine levels in the blood after the same cup of coffee that barely registers for someone else. Slow metabolizers are more likely to experience anxiety, elevated blood pressure, and sleep problems from caffeine.
The remaining 46% are “fast metabolizers,” who break caffeine down quickly and often naturally gravitate toward higher consumption because the effects wear off sooner. A separate gene variation affects how sensitive your brain is to caffeine’s stimulating effects, which explains why some people feel wired and anxious after a single cup while others can drink three and feel barely alert.
You don’t need a genetic test to figure out which category you fall into. If caffeine makes you anxious, disrupts your sleep, or gives you heart palpitations even at modest doses, your healthy amount is likely well below 400 mg. People who naturally adjust their intake based on how they feel are already responding to these genetic differences, whether they realize it or not.
Limits During Pregnancy
The American College of Obstetricians and Gynecologists recommends keeping caffeine below 200 mg per day during pregnancy. Studies have not found a significant increase in miscarriage risk at that level. Evidence on higher amounts is mixed, so the 200-mg threshold is a precautionary line. There is no official FDA limit for children and adolescents, but Health Canada’s guideline of 2.5 mg per kilogram of body weight per day is widely used in research. In practical terms, that works out to roughly 75 mg per day for an average-sized child between 6 and 12 (about what’s in a small cup of black tea or a 12-ounce soda) and about 137 mg per day for a teenager. The American Academy of Pediatrics advises limited or no consumption of high-caffeine products, especially energy drinks, for young people.
How Caffeine Affects Your Sleep
Caffeine has a half-life of 5 to 6 hours, meaning half the caffeine from your 3 p.m. coffee is still circulating in your body at 8 or 9 p.m. A study from the American Academy of Sleep Medicine found that 400 mg of caffeine consumed six hours before bedtime still cut total sleep time by more than an hour. Participants didn’t always realize how much their sleep had suffered, which makes caffeine’s impact on rest easy to miss.
The general recommendation is to avoid caffeine after 5 p.m. if you go to bed around 10 or 11. If you’re sensitive to caffeine or already struggling with sleep, pushing that cutoff to early afternoon is a reasonable adjustment. It takes 15 to 45 minutes for caffeine to kick in, but the tail end of its effects can linger far longer than most people expect.

Common symptoms of overconsumption include restlessness, a racing heartbeat, headaches, upset stomach, and difficulty sleeping. These can show up at doses well below 400 mg in people who are sensitive or who metabolize caffeine slowly. If you regularly experience any of these and you’re consuming caffeine daily, cutting back is worth trying.
Be aware that your body builds physical dependence quickly. Even one small cup of coffee per day is enough to produce withdrawal symptoms if you stop abruptly. Those symptoms, which include headaches, fatigue, irritability, and difficulty concentrating, typically begin 12 to 24 hours after your last dose, peak between 24 and 51 hours, and last anywhere from 2 to 9 days. Tapering gradually over a week or two makes the process much more manageable.
Finding Your Own Healthy Range
The 400-mg guideline is a useful starting point, but your personal ceiling depends on how your body processes caffeine, how it affects your sleep, and whether you’re in a higher-risk group like pregnancy. A good approach is to track your total intake for a few days, including tea, soda, chocolate, and any supplements that contain caffeine. Compare that number against how you’re sleeping, your anxiety levels, and your resting heart rate. For many people, the sweet spot falls somewhere between 100 and 300 mg per day: enough to feel the cognitive benefits without the side effects.
