A macro, short for macronutrient, is one of three types of nutrients your body needs in large amounts every day: protein, carbohydrates, and fat. These three compounds provide all of your dietary calories and serve as the building blocks for everything from muscle tissue to hormones. When someone talks about “counting macros” or “hitting their macros,” they’re tracking how many grams of each they eat rather than just counting total calories.
The Three Macronutrients
Each macro has a distinct calorie density and a different job in the body.
Protein provides 4 calories per gram. It’s the structural material your body uses to build and repair tissues, produce enzymes, and regulate organ function. Every cell in your body contains protein. When you eat it, your digestive system breaks it down into amino acids, which are then reassembled into whatever your body needs, whether that’s new muscle fibers after a workout or immune cells fighting off an infection.
Carbohydrates also provide 4 calories per gram and are your body’s preferred energy source. When you eat carbs, your digestive system converts them into glucose, which your cells burn for immediate fuel. Any extra glucose gets stored in your liver and muscles for later use. When blood sugar drops between meals, your liver releases that stored glucose back into the bloodstream to keep you going.
Carbs come in two main forms. Simple carbs (think table sugar, fruit juice, honey) are one or two sugar molecules that hit your bloodstream quickly, causing a rapid spike in blood sugar. Complex carbs (whole grains, legumes, starchy vegetables) are longer chains of sugar molecules that take more time to digest, producing a slower, steadier rise in energy.
Fat provides 9 calories per gram, more than double the other two macros. That calorie density is one reason fat gets a bad reputation, but it plays roles that protein and carbs can’t fill. Fat is essential for hormone production, particularly sex hormones and other steroids. It also forms the membrane of every cell in your body and is required for absorbing fat-soluble vitamins like A, D, E, and K. Without enough dietary fat, your body simply can’t use those vitamins even if you’re consuming plenty of them.
How Macros Differ From Micronutrients
Your body needs macronutrients in large quantities, measured in tens or hundreds of grams per day. They’re the main components of your tissues and the sole source of caloric energy in your diet. Micronutrients, by contrast, are vitamins and minerals needed in tiny amounts. They don’t contribute meaningful calories, but they’re still critical for health. Think of macros as the lumber, concrete, and wiring of a building, and micronutrients as the screws and nails holding it all together.
Where Fiber Fits In
Fiber is technically a carbohydrate, but your body can’t digest it. It passes through your digestive system largely intact, which is exactly what makes it useful. Soluble fiber dissolves in water and helps regulate blood sugar and cholesterol. Insoluble fiber doesn’t dissolve and adds bulk that keeps things moving through your gut. Because fiber isn’t absorbed, it contributes very few usable calories despite appearing on nutrition labels under “Total Carbohydrates.” This is where the concept of “net carbs” comes from: total carbohydrates minus fiber gives you the carbs your body actually converts to glucose.
Recommended Macro Ranges
The Dietary Guidelines for Americans suggest these ranges for adults over 18:
- Carbohydrates: 45 to 65% of total daily calories
- Protein: 10 to 35% of total daily calories
- Fat: 20 to 35% of total daily calories
These ranges are broad on purpose. Someone training for a marathon will land in a different spot than someone focused on building muscle or losing body fat. The ranges simply mark the territory where most people can meet their nutritional needs without running into deficiencies or health risks.
Why People Count Macros
Counting macros gives you more control than counting calories alone. Two meals can have the same number of calories but vastly different effects on your body. A 500-calorie plate of grilled chicken and vegetables delivers far more protein than a 500-calorie plate of pasta with butter. If your goal involves changing your body composition, that distinction matters.
For weight loss specifically, research suggests that being in a calorie deficit is the single most important factor, regardless of your exact macro split. But within that deficit, getting enough protein (roughly 1.2 to 2 grams per kilogram of body weight) helps preserve muscle mass while you lose fat. Protein also tends to keep you fuller than the same number of calories from fat or carbs, which makes sticking to a deficit easier in practice. Studies on satiety show that fat is the weakest of the three macros at suppressing hunger calorie for calorie, largely because its high calorie density means a small volume of food packs a lot of energy.
How to Calculate Your Macros
Start with your total daily calorie target, then decide what percentage you want from each macro. Multiply your total calories by each percentage, then divide by the calories per gram for that nutrient.
For example, on a 2,000-calorie diet aiming for 30% protein, 40% carbs, and 30% fat: protein would be 600 calories, or 150 grams (600 divided by 4). Carbs would be 800 calories, or 200 grams. Fat would be 600 calories, or about 67 grams (600 divided by 9).
Most people track macros using a food-logging app that pulls from a nutrition database. You enter what you eat throughout the day and the app tallies your running totals for protein, carbs, and fat. Getting within 5 to 10 grams of your targets is realistic. Hitting the numbers exactly every day is neither necessary nor worth stressing over.
