A superset is two exercises performed back to back with no rest between them, followed by a recovery period before you repeat the pair. Instead of doing three sets of one exercise, resting between each, and then moving on to the next, you stack two exercises together into a single unit. This simple change cuts your gym time significantly while adding a metabolic challenge that traditional sets don’t provide.
How a Superset Works in Practice
The structure is straightforward. You perform one set of exercise A, immediately perform one set of exercise B, then rest. After your rest period (typically around two minutes), you repeat the pair until you’ve completed all your planned sets. In shorthand, it looks like this: AB, rest, AB, rest, AB.
The key distinction is that there’s no scheduled rest between the two exercises within the pair. You finish your bench press, walk straight to the cable row, complete your reps, and only then sit down to recover. This is what separates a superset from simply doing two exercises in the same workout.

A classic example is a bench press paired with a bench row. Because the muscles you just worked get to rest while the opposing muscles take over, you recover surprisingly well between exercises. Same-Muscle Supersets
Here, both exercises target the same muscle group. Think dumbbell curls followed by hammer curls, or a flat bench press followed by chest flyes. These are significantly more fatiguing because the target muscles never get a break. You’ll typically need to use lighter weight on the second exercise. This approach works well for hypertrophy when you want to thoroughly exhaust a muscle group, but it will reduce the total weight you can handle.
Alternate Peripheral Supersets
This pairs an upper body exercise with a lower body exercise, like overhead presses with lunges. Similar to agonist-antagonist pairings, this allows strong recovery between exercises since completely different parts of the body are working. It’s a practical option when you’re short on time and want a full-body session.
Supersets vs. Giant Sets vs. Circuits
The terminology can get confusing, but the differences come down to how many exercises you string together. A superset is always two exercises. A giant set groups three or more exercises targeting related muscle groups, performed consecutively. A circuit strings together four or more exercises (often hitting the whole body) in a loop with minimal rest, emphasizing endurance as much as strength.
If your sequence looks like AB, AB, AB, that’s a superset. If it looks like ABCD, ABCD, ABCD, you’re doing a circuit.
Energy Cost and Calorie Burn
Supersets burn more energy during the workout itself compared to traditional sets. A meta-analysis found a significantly higher energy cost during superset training, with agonist-antagonist pairings specifically showing the same elevated expenditure. Your heart rate stays higher because you’re spending less time sitting around, and blood lactate levels climb more steeply.
That said, the total calorie difference over an entire session (including post-exercise recovery) may be modest. One study in physically active individuals found that superset sessions burned about 152 calories total compared to 149 calories for traditional training, a difference that’s essentially negligible. The real metabolic advantage of supersets isn’t a dramatic calorie boost per session. It’s that you can fit more total training volume into less time, and higher volume over weeks and months is what drives meaningful changes in body composition.
Why Supersets Save Time
This is the most practical benefit and the reason most people use them. In a traditional workout, you do a set, rest for two minutes, do another set, rest again. Much of your gym time is spent sitting on a bench staring at your phone. Supersets fill those rest periods with productive work. If your traditional workout takes 60 minutes, a superset version covering the same exercises and total sets could realistically take 40 minutes or less, depending on your rest periods.
The research supports this without a meaningful tradeoff. When you pair opposing or unrelated muscle groups, you can maintain your performance (reps and weight) while compressing the session. You’re not sacrificing training quality; you’re eliminating dead time.
Common Superset Pairings
The most effective pairings match opposing muscle groups or combine unrelated body parts. Here are some widely used combinations:
- Bench press + barbell row: chest and back
- Bicep curls + tricep pushdowns: the classic arm superset
- Leg extensions + leg curls: quadriceps and hamstrings

When choosing pairings, consider logistics too. Ideally, both exercises use equipment that’s close together in the gym. Supersetting a squat rack with a cable machine across the room during peak hours is a recipe for losing your equipment to someone else.
How to Program Supersets
Rest about two minutes between each superset pair. This is the interval used in most research protocols and gives adequate recovery for both strength and hypertrophy goals. If you’re pairing opposing muscle groups, you can sometimes get away with 60 to 90 seconds since each muscle gets built-in recovery while the other works.
You don’t need to superset your entire workout. Many people use supersets for accessory work (arms, shoulders, smaller muscle groups) while keeping their heavy compound lifts like squats and deadlifts in traditional straight sets. Heavy compound movements are more technically demanding and more sensitive to fatigue, so maintaining full rest periods for those lifts is reasonable.

Same-muscle supersets are more punishing and better suited to intermediate or advanced lifters who are comfortable managing fatigue.
