Your target heart rate zone is the range of heartbeats per minute you should aim for during exercise to get cardiovascular benefits without overexerting yourself. The general target sits between 50% and 85% of your maximum heart rate, which is estimated by subtracting your age from 220. For a 40-year-old, that means a maximum of about 180 bpm and a target zone of roughly 90 to 153 bpm during a workout.
How to Calculate Your Maximum Heart Rate
The most widely used formula is simple: 220 minus your age. A 30-year-old gets a predicted max of 190 bpm, a 50-year-old gets 170 bpm, and a 60-year-old gets 160 bpm. This is called the Fox formula, and it’s been the standard for decades.
A newer formula, developed by researcher Hirofumi Tanaka, uses a slightly different calculation: 208 minus (0.7 times your age). For a 40-year-old, that gives 180 bpm (the same as Fox), but the two formulas diverge more at older and younger ages. Research on marathon runners found that the Fox formula underestimates max heart rate in men by about 3 bpm and both formulas overestimate it in women by roughly 5 bpm. Neither is perfect, but they give you a useful starting point.
The key thing to remember: these are estimates. Individual max heart rates can vary by 10 to 12 beats per minute from what any formula predicts. If you want a precise number, an exercise stress test in a clinical setting is the gold standard.
The Five Heart Rate Zones
Most fitness frameworks break exercise intensity into five zones based on your percentage of maximum heart rate. Each zone trains your body differently.
- Zone 1 (50% to 60% of max): Very light effort. Walking, gentle stretching, easy movement. This is a recovery zone, useful for active rest days when you want to move without taxing your body.
- Zone 2 (60% to 70% of max): Light to moderate effort. Brisk walking, easy cycling, or a relaxed jog. This zone builds aerobic endurance and is where longer cardio sessions (45 minutes or more) tend to live. You can hold a full conversation comfortably.
- Zone 3 (70% to 80% of max): Moderate to hard effort. Running, swimming laps, or cycling at a steady pace. This builds both strength and endurance. Talking is possible but you’ll need to pause for breaths between sentences.
- Zone 4 (80% to 90% of max): Hard effort. Tempo runs, interval training, fast cycling. You’re pushing close to your limit and building speed and power. Sustained conversation becomes difficult.
- Zone 5 (90% to 100% of max): Maximum effort. Sprints, all-out intervals, or competitive racing. This zone strengthens the heart at peak capacity and recruits fast-twitch muscle fibers. You can only maintain this intensity for short bursts, typically 30 seconds to a few minutes.
Target Heart Rate by Age
The American Heart Association publishes a straightforward chart using the 50% to 85% range. Here’s what the target zone looks like at different ages:
- Age 20: 100 to 170 bpm (max: 200)
- Age 30: 95 to 162 bpm (max: 190)
- Age 40: 90 to 153 bpm (max: 180)
- Age 50: 85 to 145 bpm (max: 170)
- Age 60: 80 to 136 bpm (max: 160)
- Age 70: 75 to 128 bpm (max: 150)
If you’re new to exercise, aim for the lower end (50% to 60%) and gradually work up. The American College of Sports Medicine recommends 150 to 300 minutes per week of moderate intensity exercise (roughly 65% to 75% of max) or 75 to 150 minutes of vigorous exercise (76% to 96% of max) for substantial health benefits.
A More Personalized Calculation
The basic percentage method treats everyone with the same max heart rate identically, but two 40-year-olds can have very different fitness levels. The Karvonen method (also called heart rate reserve) accounts for this by factoring in your resting heart rate.
Here’s how it works. First, find your resting heart rate by checking your pulse first thing in the morning before you get out of bed. Count the beats for 60 seconds. A typical resting heart rate falls between 60 and 100 bpm, though fit individuals often land in the 50s or lower.
Then use this formula: subtract your resting heart rate from your maximum heart rate. That difference is your heart rate reserve. Multiply it by your desired intensity percentage, then add your resting heart rate back. For example, a 40-year-old with a resting heart rate of 65 bpm who wants to exercise at 70% intensity would calculate: (180 – 65) × 0.70 + 65 = 145.5 bpm. Compare that to the simpler method (180 × 0.70 = 126 bpm), and you can see the Karvonen approach produces a higher, more individualized target for someone with good baseline fitness. This method is generally considered more accurate because it reflects your actual cardiovascular starting point.
When You Can’t Rely on Heart Rate Alone
Beta-blockers and certain other medications that slow the heart rate make standard target zones unreliable. If you take a beta-blocker, your heart rate may never reach the calculated target no matter how hard you push. In that case, perceived exertion becomes your primary guide.
The Borg Rating of Perceived Exertion scale runs from 6 (no effort at all) to 20 (absolute maximum). A rating of 12 to 14, described as “somewhat hard,” lines up roughly with moderate-intensity exercise. Most workouts should feel like they take real effort but allow you to keep going. A practical test: if you can talk but not sing, you’re in moderate territory. If you can barely get a few words out, you’re in vigorous territory. If you can’t talk at all, ease up.
The perceived exertion approach also helps on hot, humid days. When temperatures climb, your heart has to pump two to four times as much blood to the skin for cooling. Once humidity rises above about 75%, sweat stops evaporating efficiently and your body struggles even more. Your heart rate at the same jogging pace might be 10 to 20 beats higher than it would be on a cool morning. On those days, trusting how you feel rather than chasing a specific number on your watch keeps you safer.
Signs You’ve Pushed Too Far
Exercising above your target zone occasionally is not inherently dangerous for healthy people, but certain warning signs during a workout signal that you should stop. Dizziness, lightheadedness, chest pain, and feeling like your heart is pounding or fluttering all warrant immediate rest. Nausea, sudden fatigue that feels disproportionate to your effort, or feeling faint are also red flags. If you experience shortness of breath that doesn’t improve quickly when you slow down, or if you actually lose consciousness, that requires emergency medical attention.
Building intensity gradually over weeks gives your cardiovascular system time to adapt. If you’re consistently hitting Zone 4 or 5 without a solid base of Zone 2 training, you’re more likely to burn out or overtrain than to see faster results. Most endurance athletes spend 80% of their training time in Zones 1 and 2, saving hard efforts for targeted interval sessions once or twice a week.
