The things that keep your brain healthy are surprisingly straightforward: regular exercise, quality sleep, a plant-heavy diet, strong social ties, and managing cardiovascular risk factors like blood pressure. None of these require supplements or brain-training apps. A 2024 Lancet Commission report identified 14 modifiable risk factors that, taken together, account for a meaningful share of dementia cases worldwide. The good news is that most of them are within your control.

Exercise, Especially at High Intensity

Physical activity is one of the most powerful tools for brain health, and intensity matters more than most people realize. When you exercise hard enough to get breathless, your brain ramps up production of a protein that helps neurons grow, form new connections, and resist damage. A meta-analysis published in the American Heart Association’s journal Stroke found that high-intensity aerobic exercise significantly increased circulating levels of this growth protein, while low and moderate intensities did not produce a meaningful change.

That doesn’t mean a casual walk is worthless. Lower-intensity movement still benefits cardiovascular health, which feeds the brain indirectly. But if your goal is to actively build brain resilience, pushing into vigorous territory (running, cycling hard, rowing, high-intensity interval training) appears to offer a distinct advantage. Sessions in the studies averaged about 30 minutes for single bouts and roughly 75 minutes for longer programs. Even a single hard session produced measurable effects.

What to Eat for Your Brain

The MIND diet, developed specifically to target cognitive decline, combines elements of the Mediterranean and DASH diets with an emphasis on foods linked to neuroprotection. Harvard’s School of Public Health outlines its core targets: six or more servings per week of leafy greens, five or more servings per week of nuts, and at least two servings per week of berries. The rest of the pattern emphasizes whole grains, fish, poultry, beans, and olive oil while limiting red meat, butter, cheese, pastries, and fried food.

Berries and leafy greens earn their spotlight because they’re rich in compounds that reduce inflammation and oxidative stress in brain tissue. Blueberries, strawberries, spinach, and kale are the most-studied options, but variety helps. Nuts provide healthy fats and vitamin E, both of which support the cell membranes that keep neurons functioning. You don’t need to follow the MIND diet rigidly. Even partial adherence has been associated with slower cognitive decline in observational studies.

Why Deep Sleep Matters So Much

Your brain has its own waste-clearance system, sometimes called the glymphatic system, that flushes out toxic byproducts (including the proteins linked to Alzheimer’s disease). This system works best during deep sleep, the slow-wave stage known as N3. During this phase, the spaces between brain cells physically expand, allowing cerebrospinal fluid to flow more freely and carry waste away. At the same time, levels of norepinephrine, a stimulating brain chemical, drop. This relaxes the fluid channels and makes the whole process more efficient.

The practical takeaway: it’s not just total hours of sleep that matter, but how much deep sleep you get within those hours. Alcohol, late-night screen use, irregular sleep schedules, and sleeping in a warm room all reduce time spent in deep sleep. Consistent bedtimes, a cool and dark bedroom, and limiting caffeine after midday are simple ways to protect this critical phase.

Blood Pressure and Vascular Health

Your brain depends on a vast network of tiny blood vessels. When those vessels are damaged by high blood pressure, diabetes, or smoking, the brain quietly loses access to oxygen and nutrients, often years before any cognitive symptoms appear. The SPRINT-MIND trial found that lowering systolic blood pressure to below 120 mmHg, compared to the standard target of below 140 mmHg, reduced the risk of mild cognitive impairment. Importantly, the intensive blood pressure control was also confirmed to be safe for the brain, addressing earlier concerns that pushing blood pressure too low might starve brain tissue.

High blood pressure is one of the most common and treatable risk factors for cognitive decline. The Lancet Commission’s 2024 report lists it alongside smoking, obesity, diabetes, excessive alcohol consumption (more than 12 US standard drinks per week), hearing loss, and air pollution as modifiable risks. Managing even a few of these changes the trajectory of brain aging significantly.

Social Connection Protects Brain Structure

Loneliness isn’t just emotionally painful. It physically shrinks a part of your brain. A Japanese longitudinal study found that older adults who had social contact less than once per week experienced greater shrinkage of the hippocampus, the brain’s memory center, compared to those who had contact four or more times per week. Cross-sectional data from other studies found similar patterns in the temporal lobe and amygdala, regions involved in language processing and emotional regulation.

The mechanism likely involves multiple pathways: social interaction stimulates complex cognitive processing, buffers against chronic stress hormones that damage neurons, and motivates other healthy behaviors like staying active and eating well. The Lancet Commission included social isolation on its list of modifiable dementia risk factors for good reason. Regular, meaningful contact with other people is as important to brain health as anything you eat or any mile you run.

Intellectual Activity and Cognitive Reserve

Cognitive reserve is the idea that a brain with richer neural networks can tolerate more damage before showing symptoms of decline. Think of it as a buffer. People who spend their lives engaged in intellectually and socially stimulating activities build larger buffers. A study published in the journal Neurobiology of Aging tracked activities across the lifespan, including reading, playing a musical instrument, speaking a second language, traveling, artistic hobbies, and social outings, and found that mid-life participation in these activities contributed to cognitive reserve in late life, independent of education or occupation.

Some research suggests that intellectual and social activities may matter more for cognitive reserve than physical activity alone, though this is still debated. What’s consistent across studies is that novelty and challenge are key. Doing something that’s mentally effortful, whether learning a new language at 55, picking up an instrument, or navigating unfamiliar places, forces the brain to form new connections in a way that routine tasks do not.

Putting It Together

Brain health isn’t built on any single habit. It emerges from the overlap of several: vigorous exercise a few times per week, a diet heavy in greens, berries, and nuts, consistent deep sleep, well-managed blood pressure, regular social contact, and ongoing intellectual challenge. None of these require expensive interventions. Most are free. The strongest evidence points not to any supplement or brain game, but to the cumulative effect of living in a way that keeps your heart healthy, your body active, your mind engaged, and your relationships strong.
