The best magnesium supplement depends on what you’re trying to improve. Magnesium comes in many forms, each paired with a different compound that changes how well your body absorbs it and where it has the most effect. Magnesium glycinate is the most broadly recommended form for general supplementation, but citrate, malate, threonate, and taurate each have advantages for specific goals.
Why the Form Matters
Magnesium supplements combine elemental magnesium with a carrier molecule, and that carrier determines two things: how much magnesium actually reaches your bloodstream and what additional benefits (or side effects) the carrier brings along. Organic forms, where magnesium is bound to a carbon-containing compound like an amino acid or organic acid, are generally better absorbed than inorganic forms like magnesium oxide. Oxide packs more elemental magnesium per pill, which is why it’s cheap and common in drugstore supplements, but a significant portion passes through your gut unabsorbed.
There’s no single “best” form. The right choice depends on whether you’re looking for better sleep, more energy, digestive relief, or heart health support. Here’s how each form stacks up.
Magnesium Glycinate for Sleep and Stress
Magnesium glycinate is magnesium bound to the amino acid glycine, and it’s the form most often recommended for calming the nervous system. It works through several pathways at once. The magnesium itself strengthens the activity of GABA, your brain’s main calming signal, while simultaneously blocking overactivation of excitatory receptors that keep neurons firing. The glycine component adds its own sedative effect, acting as an inhibitory signal in the brainstem and spinal cord.
Beyond the brain, this combination also helps regulate cortisol. It supports the hormone feedback loop that governs your stress response, helping restore normal circadian rhythm in people whose stress hormones stay elevated. Clinical trials have shown benefits for sleep quality, anxiety, and mood at daily doses of 200 to 300 mg of elemental magnesium. Because glycine is absorbed through a dedicated transport pathway in the gut, this form is well tolerated and unlikely to cause the loose stools that some other forms do.
Magnesium L-Threonate for Brain Health
Magnesium L-threonate is the form specifically designed to raise magnesium levels in the brain. Most magnesium supplements increase blood and muscle levels effectively but don’t cross into brain tissue as readily. Threonate appears to be an exception. In animal studies, it improved learning and memory in both aging mice and Alzheimer’s disease models. Mice treated with this form performed significantly better on maze tests, and their memory function was restored to levels seen in healthy animals.
The research in humans is still catching up to the animal data, so this form is best thought of as a targeted option if cognitive function or age-related memory changes are your primary concern. It tends to contain less elemental magnesium per capsule than other forms, so it’s not the most efficient choice if you’re just trying to correct a general deficiency.
Magnesium Citrate for Digestion
Magnesium citrate is one of the most widely available forms and pulls double duty. It has solid bioavailability (though absorption decreases at higher doses) and a well-known effect on the gut: it draws water into the intestines, softening stool and increasing the pressure that triggers your intestinal muscles to move things along. This makes it a go-to for occasional constipation.
If digestive regularity is something you struggle with, citrate is a practical choice because you get both the systemic benefits of magnesium and gentle bowel support. The flip side is that at higher doses, it can cause diarrhea or cramping. If you have a sensitive stomach or loose stools, glycinate or malate would be a better fit.
Magnesium Malate for Energy and Muscles
Magnesium malate pairs magnesium with malic acid, a compound your cells use during energy production. Malic acid plays a direct role in the cycle your mitochondria use to convert food into usable energy, and magnesium itself is required for the molecule (ATP) that stores and delivers that energy. Together, they help clear lactate from muscles, the compound that builds up during exercise and contributes to soreness.
This form has been studied in people with fibromyalgia. One trial found that taking magnesium malate twice daily for two months reduced pain and tenderness, though a larger review of 11 studies found the overall evidence was mixed. Malic acid has also been studied independently for its ability to support muscle recovery and reduce fatigue in endurance athletes. If you exercise regularly or deal with persistent muscle soreness or low energy, malate is worth considering.
Magnesium Taurate for Heart Health
Magnesium taurate combines magnesium with the amino acid taurine, and both components independently support cardiovascular function. Magnesium works to keep calcium levels inside cells in check, which is a core mechanism behind its ability to relax blood vessels, stabilize heart rhythm, and reduce clotting risk. Taurine mirrors many of these effects: it lowers elevated blood pressure in both animal and human studies, slows cholesterol-driven plaque buildup, and helps prevent irregular heart rhythms.
The pairing isn’t accidental. Because magnesium and taurine act through complementary pathways, the combination has been described in cardiovascular research as having “considerable potential as a vascular-protective nutritional supplement.” If blood pressure or heart health is your focus, taurate is the most targeted option.
Why Magnesium Oxide Falls Short
Magnesium oxide is the form you’ll find in most budget supplements and many multivitamins. It contains the highest percentage of elemental magnesium by weight, which lets manufacturers put impressive numbers on the label. The problem is absorption. As an inorganic form, oxide is significantly less bioavailable than organic forms like glycinate or citrate. Much of it passes straight through your digestive tract, which is why high-dose magnesium oxide often causes digestive discomfort. If you’re paying for a supplement, you want one your body can actually use.
How Much You Need
The recommended daily intake from the National Institutes of Health is 400 to 420 mg for adult men and 310 to 320 mg for adult women. Pregnant women need slightly more, around 350 to 360 mg. These numbers include magnesium from both food and supplements.
There’s also a separate upper limit of 350 mg per day specifically from supplements and medications. This doesn’t count the magnesium you get from food. The cap exists because high supplemental doses can cause diarrhea, nausea, and cramping, even from well-absorbed forms. Starting at a lower dose (around 200 mg) and increasing gradually helps your gut adjust.
Absorption Tips and Interactions
Taking magnesium with food generally improves tolerance, and splitting your dose across two meals can improve absorption compared to taking it all at once. If you take magnesium for sleep, an evening dose is the logical choice.
Magnesium can interfere with the absorption of several medications. It reduces absorption of bisphosphonates (used for osteoporosis), so those drugs should be taken at least 30 minutes before magnesium. It can also decrease absorption of certain antimalarial medications and some antiviral drugs. If you take any prescription medication, separating it from your magnesium dose by at least two hours is a reasonable precaution.
Checking Your Magnesium Levels
Most routine blood tests measure serum magnesium, which reflects the magnesium floating in your blood plasma. The problem is that only about 1% of your body’s magnesium is in your blood. A red blood cell (RBC) magnesium test measures the concentration inside your cells, where magnesium actually does its work, making it a more sensitive indicator of your true stores. If you suspect a deficiency despite normal bloodwork, an RBC magnesium test is worth requesting.
