There is no single “best” milk for everyone. The right choice depends on your nutritional priorities, how well you digest dairy, and whether environmental impact matters to you. Cow’s milk remains the most nutrient-dense option without fortification, but several plant-based milks come close when fortified, and soy milk is the only one the federal Dietary Guidelines include as a nutritional equivalent to dairy.

How the Major Milks Compare Nutritionally
Cow’s milk delivers a package of protein, calcium, potassium, and B vitamins that no plant milk matches naturally. A cup of whole milk has about 8 grams of protein and 300 milligrams of calcium. Skim milk has the same protein and calcium with roughly half the calories. That protein is a complete protein, meaning it contains all the essential amino acids your body can’t make on its own.
Soy milk is the closest plant-based match, typically providing 7 to 9 grams of protein per cup when fortified. It’s the only plant milk recognized by the USDA’s Dietary Guidelines as belonging in the dairy group, because its key nutrients are similar enough to cow’s milk. Oat milk lands in the middle with about 2 to 4 grams of protein and roughly 5 grams of carbohydrate per unsweetened cup, comparable to 2% cow’s milk in carbs but well behind in protein. Almond milk sits at the bottom for protein, usually just 1 gram per cup, though it’s also the lowest in calories.
If you’re choosing a plant milk for nutrition rather than taste alone, soy milk is the strongest option. If you’re looking to cut calories and don’t need the protein, unsweetened almond milk works. Oat milk splits the difference but won’t replace dairy as a protein source.
Calcium: Not All Fortification Is Equal
One common worry about switching away from dairy is bone health. The good news: your body absorbs calcium from fortified plant milks reasonably well, but the type of calcium added matters. A study in young women found that calcium absorption from soy milk fortified with calcium carbonate was statistically equivalent to cow’s milk, both around 21%. However, soy milk fortified with a different form, tricalcium phosphate, had significantly lower absorption at about 18%.
The practical takeaway is to check the ingredient list, not just the nutrition label. A carton that lists 300 mg of calcium might deliver less of it to your bones depending on the calcium source. Shake the carton well before pouring, too. Fortified calcium can settle to the bottom.
Digestibility and Dairy Sensitivity
About 68% of the global population has some degree of lactose malabsorption, which is why many people feel bloated, gassy, or crampy after drinking regular cow’s milk. Lactose-free cow’s milk solves this cleanly. It’s identical nutritionally; the lactose is simply pre-broken down by an added enzyme.
A newer option is A2 milk, which comes from cows that produce only the A2 type of beta-casein protein rather than the more common A1 type. A systematic review found that A1 protein is associated with delayed intestinal transit and looser stool consistency compared to A2. Digestive discomfort from A1 milk also correlated with inflammatory markers in ways that A2 did not. If regular milk bothers your stomach but lactose-free versions don’t fully help, A2 milk may be worth trying. It won’t help true lactose intolerance, though, since the issue there is the sugar, not the protein.
For people with a confirmed dairy allergy (an immune reaction to milk proteins), plant milks are the necessary alternative. Soy is the most nutritionally complete swap, but soy itself is a common allergen. Oat, almond, coconut, and rice milks are all dairy-free and soy-free.

Always look for “unsweetened” on the label. “Original” does not mean unsweetened. Many original varieties contain added sugars, and vanilla versions almost always do.
Thickeners and Additives
Most plant milks use gums or other thickeners to mimic the mouthfeel of dairy. The three most common are carrageenan, guar gum, and xanthan gum. None of them are dangerous in the amounts found in a glass of milk, but they’re worth knowing about if you have a sensitive gut.
- Carrageenan has gotten the most attention online. The food-grade form is FDA-approved and distinct from degraded carrageenan, which is not used in food and has caused intestinal inflammation in animal studies. Human clinical trials on food-grade carrageenan are too small and short to draw firm conclusions. Many brands have removed it in response to consumer concern, so carrageenan-free options are easy to find.
- Guar gum is a fiber-based thickener. In animal studies it increased the risk of colon inflammation. In the small amounts used in milk alternatives it’s generally tolerated, but people sensitive to dietary fiber may notice gas, bloating, or cramping.
- Xanthan gum is classified as Generally Recognized as Safe. It can have a mild laxative effect in large amounts and may cause discomfort in fiber-sensitive individuals. Gut bacteria do break it down into short-chain fatty acids, which are typically beneficial, though the long-term implications aren’t fully understood.
If any of these bother you, look for brands that skip gums entirely. Several almond and oat milks now market themselves as gum-free.
Environmental Impact
If sustainability factors into your decision, the gap between dairy and plant milks is large. Dairy milk produces roughly 3.2 kg of carbon dioxide equivalent per liter. Almond milk produces about 0.7 kg, less than a quarter of dairy’s footprint. Rice milk falls in between at around 1.2 kg. Oat and soy milks generally land in a similar range to almond, though specific figures vary by brand and region.
Almond milk’s environmental criticism centers on water use, particularly in drought-prone California where most almonds are grown.
