The best salt to eat depends on what you’re optimizing for, but the honest answer is that no salt variety is dramatically healthier than another. Table salt, sea salt, Himalayan pink salt, and Celtic salt all contain roughly the same amount of sodium by weight, and sodium is the ingredient that matters most for your health. The real gains come from how much salt you use and how you use it, not which brand sits on your counter.
All Salts Are Mostly Sodium Chloride
Table salt, sea salt, and Himalayan pink salt share the same basic nutritional value. Sea salt and specialty salts retain trace minerals like magnesium, potassium, and calcium because they undergo less processing, but the amounts are tiny. You’d need to consume dangerously large quantities of any specialty salt to get a meaningful dose of those minerals. A banana or a handful of spinach delivers far more potassium than a day’s worth of pink salt ever could.
Table salt is more heavily processed to remove those extra minerals, and it typically contains an anti-caking agent to keep it flowing freely. The key addition, though, is iodine. Most table salt in the U.S. is iodized, which matters more than people realize.
The Iodine Question
Adults need 150 micrograms of iodine daily (220 if pregnant, 290 if breastfeeding). Your thyroid depends on iodine to produce hormones that regulate metabolism, brain development, and dozens of other functions. Iodized table salt is one of the simplest ways to meet that requirement.
Here’s the catch: switching entirely to a fancy sea salt or Himalayan salt, neither of which is typically iodized, could leave a gap in your iodine intake. But this gap is smaller than you might think. Between 75% and 90% of the sodium in the average American diet comes from processed and restaurant food, and food manufacturers rarely use iodized salt. So most of the salt you eat was never giving you iodine in the first place. To get all your iodine from salt alone, you’d need more than half a teaspoon of iodized salt per day, which already accounts for two-thirds of the American Heart Association’s recommended sodium limit.
The practical solution is to get iodine from food: dairy products, eggs, seafood, and seaweed are all reliable sources. If those aren’t regular parts of your diet, keeping iodized table salt around for cooking is a simple insurance policy.
How Much Matters More Than Which Kind
The World Health Organization recommends less than 2,000 milligrams of sodium per day for adults, equivalent to just under a teaspoon of any salt. Most people exceed that by a wide margin, and the excess comes overwhelmingly from packaged foods, not from the shaker on the table. Bread, canned soups, deli meats, sauces, and frozen meals are where sodium quietly accumulates.
No matter which salt you choose, keeping your total intake under that threshold does more for your blood pressure and heart health than any mineral profile on a salt label.
Do Natural Salts Affect Blood Pressure Differently?
One animal study in Dahl salt-sensitive rats (a breed genetically prone to high blood pressure) found that natural sea salt caused less hypertension and less kidney damage than refined salt at equal amounts. After 15 weeks, rats fed sea salt had significantly lower blood pressure than those fed the same quantity of refined salt. Their kidneys also looked closer to normal under microscopic examination.
That’s an interesting finding, but it’s a single animal study, not a human clinical trial. It suggests the trace minerals in less-processed salts could have a modest protective effect, but it’s not strong enough evidence to base dietary decisions on. The proven strategy for blood pressure is still eating less sodium overall, not swapping one salt for another.
Potassium-Enriched Salt Substitutes
If there’s one salt swap backed by solid evidence, it’s potassium-enriched salt substitutes. These products replace a portion of the sodium chloride with potassium chloride, and pooled data from clinical trials shows they lower systolic blood pressure by about 5.6 points and diastolic by about 2.9 points on average. The benefits are strongest in people who already have high blood pressure.
There’s an important caveat. Extra potassium can be dangerous for people whose bodies don’t excrete it efficiently. That includes anyone with chronic kidney disease, severe heart failure, diabetes, adrenal insufficiency, or those taking medications that raise potassium levels (certain blood pressure drugs fall into this category). Older adults are also at higher risk. If any of those apply to you, potassium-enriched salt is not a safe default choice without medical guidance.
For otherwise healthy people looking to lower blood pressure, though, these substitutes are one of the few salt-related changes with meaningful clinical support.
Crystal Shape Affects How Much You Use
One of the most practical differences between salts has nothing to do with mineral content. It’s the shape and size of the crystals. Flaky, irregular crystals like those in Maldon or kosher salt dissolve faster on your tongue, up to 3.8 times faster than compact cubic crystals. That faster dissolution delivers a peak saltiness sensation that’s up to 17% stronger and hits about 40% sooner.
This matters because when salt tastes more intensely salty on contact, you can use less of it and still feel satisfied. Research on topically applied salt (the kind sprinkled on chips or finished dishes) shows that a significant proportion of sodium gets swallowed without ever being tasted when it’s trapped inside the food. Placing a few flakes of a large, fast-dissolving crystal on the surface of your food lets your tongue register the salt immediately, so less sodium goes unnoticed into your stomach.
In practical terms, finishing a dish with a pinch of flaky sea salt instead of stirring in fine table salt during cooking can reduce your total sodium intake while keeping food flavorful.
A Practical Approach
Keep iodized table salt in your kitchen for everyday cooking, especially if you don’t regularly eat dairy, seafood, or eggs. Use a flaky finishing salt like Maldon or kosher salt to season food at the table or right before serving, since you’ll need less to get the same salty impact. If you have high blood pressure and healthy kidneys, a potassium-enriched salt substitute is worth considering as your main cooking salt.
Expensive pink, black, or smoked salts are fine for flavor and presentation, but they don’t offer health benefits that justify a premium. The mineral differences are negligible at any reasonable serving size. Where your salt comes from matters far less than how much of it you eat, and the biggest gains come from cutting back on processed food rather than upgrading the salt in your grinder.
