There’s no single “best” energy supplement for everyone because fatigue has different causes, and the right supplement depends on what’s driving yours. A nutrient deficiency calls for a very different fix than mental exhaustion or poor sleep. That said, a handful of supplements have solid evidence behind them for specific types of low energy, and understanding what each one actually does in your body will help you pick the right one.
Iron: The Most Overlooked Cause of Fatigue
If you’re a woman of reproductive age and feel persistently tired despite sleeping enough, low iron stores may be the reason. Here’s what makes this tricky: your iron can be low enough to cause fatigue without being low enough to show up as anemia on a standard blood test. A study from the American Academy of Family Physicians found that 85% of fatigued, non-anemic women had ferritin levels (your body’s stored iron) below 50 ng/mL. When women in that range supplemented with iron, their fatigue improved. Women with ferritin above 50 didn’t see the same benefit.

This regeneration happens faster than any other energy pathway in the body, which matters most during periods of high mental demand.
Brain imaging studies show that creatine supplementation increases phosphocreatine levels in the brain by roughly 5 to 9%, depending on dose and duration. In one study, participants taking creatine for five days showed increased oxygen use in the brain and reported less mental fatigue during repetitive math tasks. The strongest evidence comes from situations where the brain is under metabolic stress: sleep deprivation, high-altitude environments, and mentally exhausting work. The standard 3 to 5 grams per day used for muscle performance may work for general support, but higher doses (closer to 10 grams) appear more effective for brain energy specifically. Every cell in your body converts fats and carbohydrates into usable energy inside structures called mitochondria. Coenzyme Q10 sits in the inner membrane of these mitochondria and plays a direct role in the chain of reactions that produces ATP. Without enough CoQ10, that energy conversion slows down.
Your body makes CoQ10 naturally, but production declines with age. Certain cholesterol-lowering medications (statins) also reduce CoQ10 levels, which is one reason fatigue is a common side effect of those drugs. Supplemental doses typically range from 30 to 100 mg per day. People who notice the biggest difference tend to be those whose levels were already declining, whether from age, medication use, or conditions that increase oxidative stress. If you’re young and healthy, you’re less likely to feel a dramatic change.
B12: Essential, but Only if You’re Deficient
Vitamin B12 is involved in how your body converts food into energy at a cellular level, and a deficiency causes fatigue, muscle weakness, and sometimes nerve problems or mood changes. That much is well established. What’s less well known is that supplementing with B12 when your levels are already normal does not boost energy or improve performance. The Mayo Clinic states this plainly: there’s no proof that B12 supplements help with energy in people who aren’t deficient.
The adults most likely to be deficient include people over 50 (who absorb less B12 from food), vegans and vegetarians (since B12 comes almost exclusively from animal products), and anyone with digestive conditions that impair absorption. The recommended daily intake for adults is 2.4 mcg, and there’s no established upper limit because excess B12 is generally excreted safely. If you suspect a deficiency, a blood test is the clearest path forward.
Magnesium: A Common Gap in Modern Diets
Magnesium is required for over 300 enzyme reactions in your body, and many of those reactions involve energy production. Low magnesium forces your body to work harder to produce the same amount of energy, which can show up as fatigue, muscle cramps, or general sluggishness. Surveys consistently show that a large portion of the population doesn’t get enough magnesium from food alone.
The form you choose matters. Magnesium malate and magnesium lactate are both easy to digest and are the forms most associated with energy support. Magnesium glycinate is gentler on the stomach but leans more toward sleep and relaxation benefits. Magnesium citrate absorbs well but can cause digestive issues at higher doses. Magnesium oxide, the cheapest form on most shelves, is poorly absorbed and mainly useful as a laxative.
Ginseng: A Stimulant Alternative With Caveats
Panax ginseng (Asian ginseng) has been used for centuries as an energy tonic, and some research supports its ability to reduce perceived fatigue. It works differently than caffeine. Rather than blocking sleep signals in your brain, ginseng appears to modulate stress responses and support blood sugar regulation, both of which influence how energetic you feel throughout the day.
The important caveat is that ginseng interacts with a meaningful number of medications, including blood thinners like warfarin, blood pressure medications, certain heart drugs, diuretics, and a class of antidepressants called MAOIs. People with diabetes, high blood pressure, or a history of breast cancer should also be cautious. If you take any prescription medications, ginseng deserves a conversation with your pharmacist before you start it.
How to Choose the Right One
The best approach is to match the supplement to the type of fatigue you’re experiencing:
- Persistent tiredness with no clear cause, especially in women: Get your ferritin levels checked. Iron deficiency below 50 ng/mL is common and very treatable.
- Mental fog and exhaustion from demanding cognitive work or poor sleep: Creatine monohydrate has the strongest evidence here, particularly at doses of 5 to 10 grams daily.
- Age-related fatigue or statin use: CoQ10 at 30 to 100 mg per day addresses a likely decline in your natural levels.
- Plant-based diet or digestive issues: B12 is worth testing for, since deficiency in these groups is common and the fix is straightforward.
- Muscle cramps alongside fatigue: Magnesium malate is a reasonable first choice, especially if your diet is low in leafy greens, nuts, and seeds.
Stacking multiple supplements without knowing what you’re actually low in is expensive and unlikely to help. A basic blood panel that includes ferritin, B12, and magnesium can narrow things down quickly. The supplements with the broadest evidence for people who aren’t deficient in anything specific are creatine for mental energy and CoQ10 for age-related cellular energy decline.
