The best way to take magnesium is with food, in a form your body absorbs well, at a dose that stays under 350 mg per day from supplements. Beyond that, the details depend on why you’re taking it. The form of magnesium you choose, when you take it, and what else you’re swallowing alongside it all affect how much actually makes it into your system.
Choose the Right Form for Your Goal
Magnesium supplements come bonded to different compounds, and each one behaves differently in your body. Some are absorbed easily and raise your overall magnesium levels. Others are absorbed poorly but work well for specific purposes like relieving constipation. Picking the wrong form is the most common mistake people make.
Magnesium glycinate is one of the most popular choices for general supplementation. It’s easily absorbed and is often used for its calming effects, making it a go-to for people dealing with anxiety, poor sleep, or general tension. It’s also gentle on the stomach, which matters if you’re taking it daily.
Magnesium citrate is among the most bioavailable forms, meaning your digestive tract picks it up efficiently. It’s a solid all-purpose option for correcting low levels. The trade-off: it has a natural laxative effect at higher doses, so it pulls double duty as a constipation remedy.
Magnesium malate is very well absorbed and sometimes recommended for people with fibromyalgia or chronic fatigue. Magnesium L-threonate is the form most studied for brain benefits. Animal research suggests it’s unusually effective at raising magnesium concentrations in brain cells, and it’s often marketed for memory and cognitive support. Magnesium taurate may be the best option for people managing high blood sugar or high blood pressure.
Magnesium oxide is cheap and widely available, but studies show it’s poorly absorbed. It works fine for heartburn or constipation relief, but it’s not the best choice if your goal is to raise your magnesium levels. If you’ve been taking magnesium oxide daily and not noticing any benefit, switching forms is worth trying before increasing your dose.
Take It With Food
Magnesium is better absorbed when you take it with a meal. One study found that magnesium absorption from mineral water jumped from about 46% to 52% when consumed alongside food. That’s a meaningful difference over weeks and months of supplementation. Food slows transit through your digestive tract, giving your body more time to pull magnesium into your bloodstream. Taking it with food also reduces the odds of stomach upset, which is the most common side effect.
There’s a caveat, though. Certain foods contain compounds called phytates and oxalates that bind to magnesium and reduce absorption. These are found in nuts, leafy greens, beans, and whole grains. If your meal is heavy in those foods, your supplement may not absorb as well. You don’t need to obsess over this, but taking your magnesium with a simple meal rather than a giant spinach salad is a reasonable approach.
If you also take a fiber supplement, separate it from your magnesium by about two hours.
Morning or Night?
There’s no strong evidence that one time of day is dramatically better than another for absorption. What matters more is consistency. Taking magnesium at the same time each day keeps your levels stable.
That said, many people prefer taking magnesium glycinate at night because of its calming properties. If you’re using it to support sleep, a nighttime dose makes intuitive sense. If you’re also taking calcium, spacing the two apart is smart since they compete for absorption. A common approach is magnesium in the evening and calcium in the morning, or vice versa.
How Much You Actually Need
Adult men need 400 to 420 mg of magnesium per day from all sources combined. Adult women need 310 to 320 mg (350 to 360 mg during pregnancy). Most people get a portion of that from food, so your supplement doesn’t need to cover the full amount.
The NIH sets the tolerable upper limit for magnesium from supplements at 350 mg per day for adults. That limit applies only to supplemental magnesium, not magnesium from food. Going above 350 mg from supplements increases the risk of digestive side effects, particularly diarrhea. Magnesium citrate and oxide are the most likely to cause loose stools because they draw water into your intestines through an osmotic effect.
If you’re new to magnesium, starting at a lower dose (around 200 mg) and working up gives your gut time to adjust. Splitting your dose into two smaller servings, one in the morning and one at night, can also reduce the laxative effect.
Signs You Might Be Low
Mild magnesium deficiency doesn’t always cause obvious symptoms, which is part of why it’s so common. As levels drop further, the earliest signs tend to be loss of appetite, nausea, fatigue, and general weakness. More noticeable deficiency can cause muscle cramps, tremors, personality changes, and tingling or numbness. Severe deficiency (a blood level below about 1.25 mg/dL) can trigger seizures, particularly in children.
Blood tests can measure your magnesium level, though standard serum tests aren’t perfect because most of your body’s magnesium is stored in bones and tissues, not in your blood. A normal serum level is 1.8 mg/dL or above. People taking acid reflux medications (proton pump inhibitors) for more than a year are at higher risk for deficiency, since those drugs can deplete magnesium over time.
What Not to Take at the Same Time
Magnesium interferes with several common medications by binding to them in your digestive tract and blocking their absorption. The most important ones to separate:
- Antibiotics: Certain antibiotics, particularly tetracyclines and fluoroquinolones, don’t absorb properly when taken with magnesium. Take your antibiotic at least two hours before or four to six hours after magnesium.
- Osteoporosis medications (bisphosphonates): Magnesium reduces the absorption of these drugs. Separate them by at least two hours.
- Zinc supplements: High-dose zinc can interfere with magnesium regulation. If you take both, take them at different times of day.
- Calcium supplements: These two minerals compete for the same absorption pathways. Spacing them apart by several hours improves uptake of both.
Diuretics (water pills) are a special case. Some types increase magnesium loss through urine, which can counteract your supplement entirely. If you take a diuretic, it’s worth asking your prescriber whether your magnesium dose needs adjusting.
Do Topical Sprays Work?
Magnesium sprays and Epsom salt baths are popular, but the evidence for skin absorption is thin. One small pilot study tested a topical magnesium chloride spray on patients with clinically low magnesium and found that it maintained or slightly improved their blood levels. Five of six participants also reported that their muscle cramps improved or resolved entirely within three weeks. That’s promising, but the study was tiny and focused on a specific patient population.
For most people, oral supplements remain the more reliable route for raising magnesium levels. Topical products may help with localized muscle soreness, but they shouldn’t be your primary strategy if you’re genuinely deficient.
