Extra virgin olive oil is the healthiest oil for most cooking. It combines a favorable fat profile with natural antioxidants that remain stable under heat, and it has decades of cardiovascular research behind it. But the best oil for your kitchen depends on what you’re cooking, and a few common beliefs about cooking oils turn out to be wrong.

Why Extra Virgin Olive Oil Tops the List

Extra virgin olive oil (EVOO) is rich in monounsaturated fat, which supports heart health by helping lower LDL cholesterol. It also contains vitamin E and polyphenols, plant compounds that act as antioxidants in your body. What makes EVOO unusual is that those antioxidants don’t just benefit you nutritionally. They also protect the oil itself during cooking, preventing the fatty acids and vitamins from breaking down into harmful byproducts.

Those polyphenols actively reduce the formation of unwanted compounds when food is heated, including acrylamide, a chemical that forms in starchy foods during high-temperature cooking. The combination of its fat composition and its built-in antioxidant defense system keeps EVOO remarkably stable, even at temperatures well above what most home cooking requires. Its smoke point sits around 374°F to 405°F depending on quality and acidity, which comfortably covers sautéing, roasting, and oven baking.

Smoke Point Is Not What You Think

For years, the standard advice was to pick your cooking oil by smoke point: the higher the number, the safer the oil at high heat. This turns out to be a poor guide. A study published in Acta Scientific Nutritional Health tested multiple commercial oils under heat and found that smoke point does not predict how well an oil holds up during cooking. In fact, oils with higher smoke points actually produced more polar compounds, which are the toxic byproducts you want to avoid.

Better predictors of oil safety under heat are oxidative stability (how resistant the oil is to breaking down) and the total level of polyunsaturated fats. Oils high in polyunsaturated fats, like unrefined sunflower or flaxseed oil, degrade faster when heated regardless of their smoke point. Oils high in monounsaturated fats, like olive and avocado oil, hold up much better. This is why EVOO performs well in cooking studies despite having a moderate smoke point.

The Best Oils for High-Heat Cooking

If you’re searing, stir-frying, or roasting above 425°F, refined avocado oil is a strong choice. It has a smoke point around 520°F, is rich in monounsaturated fat, and contains vitamin E. Its neutral flavor also works well when you don’t want the taste of olive oil in your dish.

Other solid options for high heat include:

  • Peanut oil (refined): Smoke point of 450°F, good monounsaturated fat content, and a mild nutty flavor that works well for stir-fries and deep frying.
  • Canola oil: Smoke point around 400°F to 450°F depending on refinement, with a mix of monounsaturated and polyunsaturated fats. Its neutral flavor makes it versatile.
  • Sesame oil (semi-refined): Smoke point around 450°F, with both monounsaturated and polyunsaturated fats plus some vitamin K. Toasted sesame oil has a lower smoke point and is better as a finishing oil.

For deep frying specifically, the American Heart Association doesn’t recommend it as a healthy cooking method regardless of the oil used. If you do deep fry, don’t reuse or reheat the oil. Each heating cycle breaks the oil down further, lowering its smoke point and increasing the formation of harmful compounds.

What About Coconut Oil?

Coconut oil gained popularity as a “superfood” fat, but the clinical evidence doesn’t support that label. A crossover clinical trial in 40 healthy adults found that coconut oil increased LDL cholesterol by 5.6% and total cholesterol by 4.0% over an eight-week feeding period. That’s moving your cardiovascular risk markers in the wrong direction. Coconut oil is roughly 82% saturated fat, which is higher than butter.

This doesn’t mean coconut oil is poison. Used occasionally for flavor in specific dishes, it’s fine. But as your primary cooking oil, it’s a poor choice compared to oils rich in unsaturated fats.

Do Seed Oils Cause Inflammation?

You may have seen claims that “seed oils” like soybean, sunflower, and canola oil are driving chronic inflammation because they contain omega-6 fatty acids, specifically linoleic acid. A systematic review of randomized controlled trials examined this directly and found virtually no evidence that adding linoleic acid to the diet increases inflammatory markers in healthy people. The review looked at C-reactive protein, fibrinogen, cytokines, and several other well-established markers of inflammation. None showed significant increases with higher omega-6 intake.

The isolated significant findings in a couple of studies involved eicosanoid metabolites, and even the authors of those studies concluded the results did not indicate increased inflammation. The broader body of evidence actually suggests omega-6 polyunsaturated fats reduce cardiovascular disease risk, which is why major dietary guidelines continue to recommend them.

That said, there’s a real concern buried in the seed oil debate, and it has nothing to do with omega-6 itself. Highly polyunsaturated oils are less stable when heated. If you’re cooking at high temperatures with unrefined sunflower oil (smoke point just 107°F) or reusing vegetable oil in a deep fryer, you are creating more oxidation byproducts. The issue is heat stability, not the fat type on its own.

Refined vs. Unrefined Oils

Cold-pressed or unrefined oils are made by slowly crushing seeds or fruit without heat or chemical solvents. They retain more of their original antioxidants, vitamins, and flavor compounds. Refined oils go through heating, bleaching, and deodorizing, which strips away many of those beneficial compounds but produces a more neutral-tasting oil with a higher smoke point.

For everyday cooking at moderate temperatures, unrefined oils like extra virgin olive oil give you the most nutritional benefit. For high-heat cooking where you need a neutral flavor, refined avocado, canola, or peanut oil are practical choices. Keeping one of each in your kitchen covers essentially every cooking situation.

How to Store Cooking Oil

Even the healthiest oil becomes harmful if it goes rancid. The three enemies of oil quality are light, heat, and oxygen. Research on olive oil storage found that oils exposed to light lost their protective antioxidants drastically within the first two months, with those compounds completely disappearing after six months regardless of how much the oil started with. Oils stored in light and exposed to air showed signs of rancidity in as little as six months, while the same oils kept in sealed, dark containers at cool temperatures stayed fresh for 18 months or more.

Store your oils in a cool, dark place with the cap tightly sealed. If your olive oil came in a clear bottle, consider transferring it to a dark container or keeping it in a cabinet away from your stove. Room temperature (around 72°F) is acceptable, but cooler is better. Oil stored near a hot stove or in direct sunlight degrades significantly faster. If your oil smells off or tastes bitter, it’s oxidized and should be thrown out.

A Simple Framework for Choosing

Rather than searching for one perfect oil, match the oil to the task:

  • Everyday sautéing, roasting, and baking (up to 400°F): Extra virgin olive oil. Best overall combination of health benefits and cooking stability.
  • High-heat searing and stir-frying (above 425°F): Refined avocado oil or peanut oil.
  • Salad dressings and finishing: Extra virgin olive oil, walnut oil, or toasted sesame oil for flavor.
  • Neutral-flavored baking: Canola oil or light (refined) olive oil.
