What Percentage of Sleep Should Be Deep Sleep?

About 20 to 25 percent of your total sleep should be deep sleep. For an eight-hour night, that works out to roughly 60 to 100 minutes. This is the stage where your body does its most critical repair work, and getting less than this range consistently can affect everything from your immune system to your blood sugar.

What Deep Sleep Actually Does

Deep sleep, also called slow-wave sleep or stage 3 sleep, is the phase your body relies on for physical restoration. During this stage, your brain produces slow, synchronized electrical waves that trigger a cascade of biological processes you can’t get during lighter sleep stages.

One of the most important is growth hormone release. Growth hormone promotes protein synthesis, stimulates fat breakdown, and regulates blood sugar. It plays essential roles in muscle and bone maintenance throughout adulthood, not just during childhood. The largest pulses of growth hormone occur during deep sleep, which is why people recovering from injuries or intense exercise often need more of it.

Deep sleep is also when your brain’s waste-clearance system kicks into high gear. During slow-wave sleep, the spaces between brain cells physically expand, allowing cerebrospinal fluid to flow more freely and flush out metabolic waste products. At the same time, levels of the stress-related chemical norepinephrine drop, which relaxes the vessels responsible for this fluid exchange. This cleanup process is one reason poor sleep quality has been linked to long-term cognitive decline.

Your immune system also depends heavily on this stage. Deep sleep is when your body ramps up production of infection-fighting proteins and consolidates immune memory, helping you fight off illness more effectively.

What Happens When You Get Too Little

Falling short on deep sleep doesn’t just leave you groggy. It carries real metabolic and cardiovascular consequences over time. Because slow-wave sleep helps regulate blood sugar, consistently missing it raises your risk of developing type 2 diabetes. A shortage of deep sleep has also been linked to high blood pressure.

Chronic deficits in sleep quality, and deep sleep in particular, increase the likelihood of:

  • Reduced immune function and more frequent infections
  • Weight gain and obesity
  • Cardiovascular problems, including stroke and heart disease
  • Kidney disease

These aren’t risks that show up only after years of sleep deprivation. Even a few nights of disrupted deep sleep can measurably impair your body’s ability to process glucose and regulate blood pressure. The effects compound quickly.

Why Your Deep Sleep Percentage Changes With Age

If you’re over 40 and your sleep tracker shows less deep sleep than you expected, that’s partly normal. Deep sleep peaks in childhood and adolescence, when growth hormone demands are highest, and gradually declines throughout adulthood. A healthy 25-year-old might spend 20 to 25 percent of the night in deep sleep, while a healthy 60-year-old might get closer to 10 to 15 percent. This decline is one reason older adults often feel less restored by sleep even when they’re logging enough total hours.

That said, a steep drop in deep sleep at any age is worth paying attention to. Alcohol, sleep apnea, chronic pain, and certain medications can all suppress deep sleep well below what’s normal for your age group.

How Accurate Is Your Sleep Tracker?

If you’re checking your deep sleep percentage on a wearable device, take the specific numbers with a grain of salt. A 2024 study comparing three popular consumer devices (Oura Ring, Fitbit, and Apple Watch) against clinical-grade sleep monitoring found that all three struggled with deep sleep accuracy.

The Oura Ring correctly identified deep sleep about 79.5 percent of the time, making it the most reliable of the three for this stage. Fitbit’s sensitivity for deep sleep was 61.7 percent, and it underestimated deep sleep by an average of 15 minutes per night. The Apple Watch performed worst for deep sleep detection at 50.5 percent sensitivity and underestimated it by a striking 43 minutes per night on average.

Across all three devices, the statistical agreement with clinical measurements for deep sleep was rated “poor,” with concordance scores ranging from just 0.13 to 0.36 on a scale where 1.0 would be perfect agreement. So if your tracker says you got 45 minutes of deep sleep, the real number could be quite different. These devices are better at tracking trends over weeks and months than giving you an accurate snapshot on any single night.

How to Get More Deep Sleep

Your body naturally prioritizes deep sleep in the first half of the night. This means the timing and consistency of your bedtime matter more for deep sleep than for other stages. Going to bed at roughly the same time each night helps your brain anticipate and efficiently cycle into deep sleep early on.

Exercise is one of the most reliable ways to increase deep sleep, particularly moderate aerobic activity like brisk walking, cycling, or swimming. The key is timing: finishing vigorous exercise at least a few hours before bed gives your core body temperature time to drop, which is a signal your brain uses to initiate deep sleep.

Temperature plays a bigger role than most people realize. A cool sleeping environment (around 65 to 68°F) promotes the natural body temperature decline that triggers and sustains slow-wave sleep. Hot bedrooms or heavy blankets can fragment deep sleep without fully waking you, so you may not even realize it’s happening.

Alcohol is one of the biggest hidden disruptors. While it makes you fall asleep faster, it significantly suppresses deep sleep in the second half of the night. Even moderate drinking (two drinks within a few hours of bedtime) can cut into your deep sleep percentage noticeably. Caffeine consumed within six to eight hours of bedtime has a similar, though less dramatic, effect.

If you’re consistently getting well under 15 percent deep sleep and experiencing daytime fatigue, difficulty concentrating, or slow recovery from workouts, it may be worth looking into whether an underlying issue like sleep apnea is fragmenting your deeper sleep stages. Sleep apnea is particularly damaging to deep sleep because the repeated breathing interruptions pull you back into lighter stages dozens of times per night, often without you being aware of it.
