Creatine works fine mixed with plain water, but combining it with carbohydrates, protein, or both can increase how much your muscles actually absorb. A standard 5-gram dose dissolves best in at least 12 ounces of liquid, and what you choose as that liquid can make a small but meaningful difference in results.
Water Is the Baseline
Plain water is the simplest and most common way to take creatine, and it works. Creatine monohydrate dissolves in cool water within a few minutes, though you may notice some grittiness at the bottom of your glass. Warm water (roughly 86 to 122°F) dissolves it noticeably faster and more completely. Avoid boiling water, which accelerates the breakdown of creatine into creatinine, an inactive byproduct your body just excretes.
Each 5-gram dose should go into at least 12 ounces of water. Beyond what you mix it with, aim to drink an extra 24 ounces of water throughout the day on top of your normal intake. Creatine pulls water into muscle cells, which is part of how it works, so staying well-hydrated matters. A general target of 3 to 4 liters of total daily water intake keeps most people covered during supplementation.
Why Carbohydrates Help
Creatine enters muscle cells with the help of insulin. When you eat carbohydrates, your blood sugar rises and your pancreas releases insulin in response. That insulin spike essentially opens the door for creatine to move into muscles more efficiently. Research from the American Physiological Society found that roughly 100 grams of simple carbohydrates taken alongside a 5-gram dose of creatine significantly boosted whole-body creatine retention.
That said, 100 grams of sugar is a lot to swallow (picture drinking nearly a liter of grape juice in one sitting). It pushes the limits of what most people find palatable, especially multiple times a day during a loading phase. The good news is there’s a more practical workaround.
The Protein and Carb Combination
Combining about 50 grams of protein with 50 grams of carbohydrates produces the same insulin response as 100 grams of carbs alone. That makes it equally effective at driving creatine into your muscles, without the sugar overload. In practical terms, this could look like mixing your creatine into a post-workout shake that already contains whey protein, then having a banana or some juice alongside it.
There’s also evidence that co-supplementing creatine and protein over time produces better training results than protein alone. One review found that people taking both gained about 4 kilograms of lean mass compared to 2.3 kilograms with protein only, and added roughly 20.5 kilograms to their total strength versus 14.4 kilograms with protein alone. That said, individual studies didn’t find a clear advantage of adding protein on top of creatine. The combination works well, but creatine is doing the heavy lifting regardless of whether protein is taken at the same time.
Good Mixing Options
If plain water feels too gritty or bland, several alternatives work well:
- Juice: Grape juice and orange juice provide simple sugars that trigger an insulin response and mask the mild chalky taste. A glass of juice gives you roughly 30 to 40 grams of carbohydrates, which helps with uptake even if it’s less than the ideal 100-gram threshold.
- Protein shakes: Mixing creatine directly into a whey protein shake is convenient and gives you the protein-plus-carb combination if your shake contains some fruit or a carb source.
- Warm tea or coffee: Temperatures up to about 140°F are fine. The warmth helps dissolve the powder more quickly. Just drink it soon after mixing rather than letting it sit for hours.
- Smoothies: Blending creatine into a fruit smoothie hides the texture entirely and provides natural sugars.
Alpha-Lipoic Acid as an Absorption Booster
One lesser-known strategy involves alpha-lipoic acid (ALA), an antioxidant supplement. A study published in the International Journal of Sport Nutrition and Exercise Metabolism tested three groups: creatine alone, creatine with sugar, and creatine with sugar plus 1,000 milligrams of ALA per day. The group taking all three saw the largest increase in muscle creatine and phosphocreatine stores, significantly more than either of the other groups. ALA appears to enhance insulin sensitivity, which helps shuttle creatine into cells more effectively. If you’re looking to maximize muscle saturation, adding ALA to your creatine-plus-carb routine is one of the few additives with direct evidence behind it.
Timing Matters Less Than You Think
Four studies have directly compared taking creatine immediately before versus immediately after resistance training. Across all of them, the results were essentially identical. Both groups gained similar lean mass, muscle thickness, and strength over periods ranging from 4 to 12 weeks. Pre-workout and post-workout are both fine. What matters far more is consistency: taking creatine every day, including rest days, so your muscles stay saturated.
For reference, a loading phase of 20 to 25 grams per day (split into four or five doses) for five to seven days fills your muscles faster. After that, 3 to 5 grams daily maintains those levels long term. You can skip the loading phase entirely and just take the maintenance dose from day one. It takes a few weeks longer to reach full saturation, but you get to the same place.
Creatine HCl vs. Monohydrate
If you find creatine monohydrate hard to dissolve or tough on your stomach, creatine hydrochloride (HCl) is an alternative with higher solubility. It dissolves more easily in smaller amounts of liquid and tends to cause fewer digestive side effects like bloating. The trade-off is a higher price per serving. Monohydrate remains the most studied form by a wide margin and is effective for the vast majority of people, so there’s no need to switch unless you’re having trouble with it.
