Why Post-Workout Nutrition Matters
Exercise depletes your muscles’ stored fuel (glycogen) and creates microscopic damage in muscle fibers. Both of these are normal and necessary for getting stronger or fitter, but recovery depends on giving your body the raw materials to rebuild. Protein supplies the amino acids your muscles need to repair and grow. Carbohydrates restore glycogen so you have energy for your next session. Skipping or delaying a post-workout meal doesn’t erase your workout, but it does slow recovery, especially if you train frequently or at high intensity.
How Much Protein You Need
For a post-workout meal, aim for 15 to 30 grams of protein. Eating more than about 40 grams in a single sitting doesn’t provide additional muscle-building benefit; your body can only use so much at once. Delay that by several hours and the refueling rate drops by as much as 50%.
The recommendation for athletes is 0.75 to 1.5 grams of carbohydrate per kilogram of body weight as soon as possible after training. For a 150-pound person, that translates to roughly 50 to 100 grams of carbs. If your workout was particularly long or intense, continuing to eat carbs at that rate each hour for three to four hours afterward can help fully restore glycogen. What About Fat?
Fat is fine to include in a post-workout meal, but it’s not something you need to prioritize. Some people worry that fat slows digestion enough to interfere with glycogen replenishment, but the limited research on this topic hasn’t shown that adding moderate amounts of fat to a carb-rich post-workout meal hurts glycogen storage, as long as total carbohydrate intake is adequate. A meal with avocado, nuts, or cheese alongside your protein and carbs won’t sabotage your recovery.
Hydration and Electrolytes
Replacing lost fluid is just as important as eating. A practical way to estimate your needs: for every pound of body weight you lose during exercise, drink 16 to 24 ounces of fluid afterward. The extra beyond the 16-ounce baseline accounts for continued sweat and urine losses after you stop moving. If you don’t have access to a scale, drinking steadily until your urine is pale yellow is a reasonable guide.
Plain water works for most workouts under two hours. If you exercised for longer than that, or in hot and humid conditions where you sweated heavily, you’ll want to replace sodium and potassium as well. Sports drinks, electrolyte packets, or salty whole foods like a sandwich can all get the job done. Sipping smaller amounts over time works better than chugging a large volume at once.
Post-Workout Meal Ideas
The best post-workout meal is one you’ll actually eat. Here are practical options that hit the protein and carbohydrate targets:

- Tuna sandwich on whole grain bread: about 25 g protein, 52 g carbs

If you’re vegetarian or vegan, the key challenge is getting enough of the amino acid leucine, which is the primary trigger for muscle repair. Plant proteins contain less leucine gram-for-gram than animal proteins. At a 20-gram dose, a plant-based protein blend delivers about 1.5 grams of leucine, compared to 3 grams from whey protein.
Two strategies close that gap. First, combine different plant protein sources in the same meal. Pea protein, for instance, is low in one essential amino acid (methionine) that canola or rice protein provides in higher amounts. Mixing legumes with grains or seeds creates a more complete amino acid profile. Second, simply eat a larger portion of plant protein.
