What Should Your Heart Rate Be While Running?

For most runners, the ideal heart rate falls between 50% and 85% of your maximum heart rate, depending on your goal for that run. An easy jog sits around 60% to 70%, a tempo run around 70% to 80%, and hard intervals push into 80% to 90%. Your maximum heart rate is roughly 220 minus your age, which means a 35-year-old has an estimated max of 185 bpm and a general running range of about 111 to 157 bpm.

How to Estimate Your Maximum Heart Rate

The most common formula is simple: 220 minus your age. A 30-year-old gets a max of 190, a 45-year-old gets 175, and a 60-year-old gets 160. Every target zone you calculate flows from this number.

That said, this formula has a standard deviation of plus or minus 15 beats per minute. Two 40-year-olds with the same fitness level could have true maximums of 165 and 195 while the formula predicts 180 for both. It’s a starting point, not gospel. If you consistently feel like you’re barely working at your “target” pace, or you feel hammered when the numbers say you should be comfortable, your personal max likely differs from the formula’s estimate.

Women should know that the 220-minus-age formula was developed from research on men and tends to overestimate female max heart rates. A more accurate formula for women, developed by cardiologist Martha Gulati, is 206 minus (0.88 times your age). For a 40-year-old woman, that gives a max of about 171 instead of 180.

The Five Heart Rate Zones

Coaches and fitness trackers typically divide effort into five zones, each a percentage of your max. Here’s what they feel like and what they’re good for:

  • Zone 1 (50% to 60%): You can hold a full conversation without pausing. This is your warm-up, cool-down, and recovery run zone.
  • Zone 2 (60% to 70%): Light conversation is possible, but you might pause to catch your breath. Most of your weekly mileage should live here. It builds endurance and aerobic fitness without beating you up.
  • Zone 3 (70% to 80%): Talking drops to short phrases. This is comfortably hard, good for building strength and stamina on moderate-effort runs.
  • Zone 4 (80% to 90%): Speaking takes real effort. You’re pushing to build speed. Tempo runs and faster interval work land here.
  • Zone 5 (90% to 100%): You’re gasping, not talking. This is an all-out sprint effort, reserved for short bursts that train your heart at peak capacity and build fast-twitch muscle fibers.

Here’s what the ranges look like in actual beats per minute for common running intensities, using the 220-minus-age formula. “Easy run” represents Zone 2 (60% to 70%), and “hard run” represents Zone 4 (80% to 90%):

A More Personalized Calculation

The basic percentage-of-max approach ignores one important variable: your resting heart rate. Someone with a resting rate of 50 bpm has a very different cardiovascular range than someone resting at 75 bpm, even if they’re the same age.

The Karvonen method accounts for this by using your heart rate reserve, which is your max minus your resting heart rate. To find a target, you multiply your reserve by the desired zone percentage and then add your resting heart rate back. For example, a 40-year-old with a resting heart rate of 60 bpm has a reserve of 120 (180 minus 60). To train at 70%, you’d calculate 120 times 0.70, which gives 84, then add 60 to get a target of 144 bpm. The same calculation using the basic method would give 126 bpm, a noticeable difference. The Karvonen method is especially useful if your resting heart rate is unusually high or low.

Matching Your Zone to Your Goal

The “right” heart rate while running depends entirely on what you’re trying to accomplish that day. Most recreational runners benefit from spending the majority of their runs in Zone 2. It feels deceptively easy, but this is where your body gets better at using oxygen and burning fat for fuel. Experienced runners often follow an 80/20 rule: about 80% of training at easy effort and 20% at harder intensities.

If your goal is fat loss, running in the 70% to 80% range does burn a higher proportion of calories from fat. But pushing into the 81% to 93% range burns more total calories overall, and the mix shifts roughly evenly between fat and stored carbohydrate. For most people focused on losing weight, total calorie burn matters more than the fuel source, so don’t feel locked into a lower zone.

Speed work and race-pace training naturally push you into Zones 4 and 5. These sessions are shorter and harder, and they improve your ability to sustain faster paces. But they also demand more recovery time, which is why they make up a smaller share of a training plan.

Why Your Heart Rate Fluctuates

You’ll notice your heart rate varies from run to run even when your pace stays the same. Heat and humidity are the biggest culprits. When it’s hot, your heart has to pump blood to your skin for cooling on top of fueling your muscles. Runners commonly see heart rates climb 10 to 15 bpm higher in summer heat at the same pace they’d run comfortably in cooler weather. Some runners report needing to slow down by 45 to 90 seconds per mile on hot, humid days to stay in their target zone.

Cardiac drift is another factor on longer runs. Even in mild conditions, your heart rate gradually creeps upward over 45 to 60 minutes because your blood volume decreases slightly as you sweat and your body works harder to maintain the same output. A run that starts at 140 bpm might drift to 155 or higher by the end without any change in pace. This is normal. Staying hydrated helps limit it, but some drift is unavoidable.

Sleep, stress, caffeine, and illness all shift your heart rate too. If your easy pace suddenly feels hard and your heart rate is 10 beats above normal, your body is telling you something. Treating heart rate as a daily readout of how your body is handling stress, not just exercise intensity, makes you a smarter runner.

When Heart Rate Monitors Aren’t Reliable

If you take beta-blockers or certain blood pressure medications, standard heart rate zones won’t apply to you. Beta-blockers slow your heart rate by design, and you may never reach your calculated target no matter how hard you push. An exercise stress test can help establish personalized zones. Alternatively, the Borg Rating of Perceived Exertion scale lets you gauge intensity by how hard you feel you’re working rather than relying on a number. The general guideline: most runs should feel somewhat hard, and if you can’t talk at all, you’re likely overdoing it.

Optical wrist sensors on watches can also misread during running, especially when your wrist moves a lot or the band is loose. Chest straps remain more accurate for real-time tracking. If your watch shows your heart rate jumping erratically between 90 and 180 bpm during a steady jog, it’s probably a sensor issue, not your heart.

Warning Signs to Take Seriously

A high heart rate during intense running is expected and normal. But certain symptoms alongside a fast heart rate signal something beyond normal exertion: chest pain, fainting or near-fainting, heart palpitations that feel like fluttering or flopping in your chest, or dizziness that doesn’t resolve when you slow down. These warrant stopping your run immediately. A heart rate that spikes well above your expected max and doesn’t come down when you ease off is also worth paying attention to, particularly if it happens repeatedly.
