What Time Should You Go to Bed? How to Calculate It

The best bedtime for most adults falls between 10 p.m. and midnight, but your ideal time depends on when you need to wake up and how much sleep your body requires. The simplest way to find your number: count backward 7 to 9 hours from your alarm. If you wake at 6:30 a.m., that puts your target bedtime between 9:30 and 11:30 p.m.

How to Calculate Your Bedtime

Sleep happens in cycles of roughly 90 to 120 minutes, and each cycle moves through light sleep, deep sleep, and REM sleep before starting over. A healthy night includes at least four full cycles, which works out to about six hours at minimum, though most adults need five or six cycles to feel rested.

To find your bedtime, start with your wake-up time and subtract the hours of sleep you need (at least 7 for most adults between 18 and 60). Then add about 15 minutes for the time it takes you to actually fall asleep. If you know you tend to lie awake for 20 or 30 minutes, factor that in too. Someone who needs to be up at 7 a.m. and takes 15 minutes to fall asleep should be in bed by 11:45 p.m. at the latest, and closer to 10:15 p.m. if they do best on 8.5 hours.

Sleep Needs by Age

The CDC’s recommended sleep ranges shift dramatically across a lifetime:

  • Newborns (0–3 months): 14–17 hours
  • Infants (4–12 months): 12–16 hours, including naps
  • Toddlers (1–2 years): 11–14 hours, including naps
  • Preschoolers (3–5 years): 10–13 hours, including naps
  • School-age children (6–12 years): 9–12 hours
  • Teens (13–17 years): 8–10 hours
  • Adults (18–60 years): 7 or more hours
  • Older adults (65+): 7–8 hours

For a 10-year-old who wakes at 6:45 a.m. for school and needs 10 to 11 hours of sleep, bedtime should land between 7:45 and 8:45 p.m. Teens have it especially tough: their bodies need 8 to 10 hours, but school start times often force early alarms. A teenager waking at 6:30 a.m. should ideally be asleep by 10:30 p.m. at the latest.

Your Chronotype Matters

Not everyone is wired for the same schedule. Your chronotype, essentially your body’s natural preference for early or late hours, plays a significant role in when you fall asleep most easily. About 40% of people fall into the “bear” category, meaning their energy rises and falls roughly with the sun. They do well with a bedtime around 10 to 11 p.m.

About 15% of people are natural early risers (“lions” or larks), waking around 5 a.m. and falling asleep easily by 9 or 10 p.m. On the other end, roughly 30% are night owls who naturally drift toward midnight or 1 a.m. and do their best work waking around 9 a.m. The remaining 15% are light sleepers who struggle with sleep regardless of timing.

If you’ve always been a night owl, forcing yourself into bed at 9 p.m. won’t magically produce better sleep. You’ll likely just lie there frustrated. The goal is to find the schedule that aligns with both your biology and your obligations, then stick to it.

Why Consistency Beats Perfection

The exact hour you go to bed matters less than going to bed at the same time every night. Your brain starts releasing melatonin (the hormone that triggers drowsiness) about 2 to 3 hours before your usual sleep time. When you keep a consistent schedule, this process becomes reliable, and you fall asleep faster. When your schedule bounces around, shifting an hour earlier on weeknights and two hours later on weekends, your internal clock can’t calibrate properly.

This mismatch between your body’s rhythm and your social schedule is sometimes called “social jetlag.” While the wellbeing effects for most adults appear modest, the disruption to your sleep onset process is real. If you regularly stay up until 1 a.m. on Saturdays and then try to sleep at 10 p.m. on Sundays, you’re essentially giving yourself jetlag without leaving your time zone. Keeping your bedtime within a 30-minute window every night, weekends included, is one of the highest-impact changes you can make.

What Happens When You Stay Up Too Late

Consistently short sleep does more than make you groggy. Sleep deprivation disrupts the hormones that regulate hunger and blood sugar, creating a pattern where your brain pushes you toward overeating while your body processes glucose less efficiently. Over time, this combination contributes to higher rates of obesity, type 2 diabetes, and cardiovascular disease. These aren’t risks from one bad night. They build from weeks and months of routinely cutting sleep short.

Deep sleep, the most physically restorative stage, is concentrated in the first half of the night. If you only sleep five hours instead of eight, you don’t lose a proportional slice of each sleep stage. You lose a disproportionate amount of REM sleep and the lighter restorative stages that dominate the final cycles. This is why six hours of sleep never “feels the same” as eight, even if you think you’ve adjusted to it.

Setting Yourself Up to Sleep on Time

Picking a bedtime is straightforward. Actually falling asleep at that time is the harder part. Room temperature is one of the most underrated factors: your core body temperature needs to drop slightly to initiate sleep, and a bedroom that’s too warm interferes with that process. The ideal range is 60 to 67°F (15 to 19°C), which feels cooler than most people expect.

Light exposure is equally important. Bright screens and overhead lights suppress melatonin production, pushing your natural sleep onset later. Dimming your environment in the hour before bed helps your brain start the 2-to-3-hour melatonin ramp-up on schedule rather than delaying it. This doesn’t require a complex routine. Lower the lights, drop the thermostat, and get into bed at the same time you did last night. The regularity does most of the work.
