What to Do for Sore Muscles After a Workout

Post-workout muscle soreness typically peaks 24 to 72 hours after exercise and resolves on its own within a few days. The good news: several straightforward strategies can reduce the discomfort and speed your recovery. What matters most is a combination of light movement, proper nutrition, and giving your body the resources it needs to repair.

Why Your Muscles Get Sore in the First Place

That stiffness you feel a day or two after a tough workout is called delayed onset muscle soreness, or DOMS. It’s not caused by lactic acid buildup, which is a common misconception. The real trigger is tiny structural damage to your muscle fibers, particularly from movements where muscles lengthen under load (think: lowering a heavy weight, running downhill, or the “down” phase of a squat).

When the mechanical stress exceeds what your muscle fibers can handle, the body launches a local inflammatory response to clean up damaged tissue and begin rebuilding. Fluid shifts into the area, creating mild swelling inside the muscle. This combination of micro-damage and inflammation is what produces that deep, achy tenderness when you move or press on the muscle. It sounds alarming, but it’s a normal part of how muscles adapt and grow stronger. The soreness fades as the tissue repairs itself.

Keep Moving With Light Activity

The single most effective thing you can do for sore muscles is counterintuitive: move them. Light, low-intensity activity increases blood flow to damaged tissue, delivering oxygen and nutrients while helping clear inflammatory byproducts. You don’t need a structured workout. A 15- to 20-minute walk, an easy bike ride, or a gentle swim all qualify.

The key word is “light.” You’re not trying to train through the soreness. If your legs are sore, stretching your quads and going for a short walk is enough to loosen things up. If your upper body took the hit, some easy arm circles and band pull-aparts will get blood flowing without adding more damage. You should feel looser afterward, not more fatigued.

Foam Rolling: Less Time Than You Think

Foam rolling works by applying pressure that temporarily increases blood flow and reduces the sensation of tightness. Research from James Madison University compared 3 minutes of total foam rolling (1 minute per muscle region) against 9 minutes and found no meaningful difference in soreness reduction or muscle function between the two. Three minutes was just as effective.

That means you don’t need to spend 20 minutes grinding on a foam roller. Roll slowly over each sore area for about 60 seconds, pausing on tender spots. For sore thighs, for example, hit the inner, front, and outer portions for a minute each. If you have a massage gun, short sessions of 1 to 2 minutes per muscle group follow the same principle: brief, targeted pressure is enough.

What to Eat and Drink for Recovery

Your muscles can’t rebuild without adequate protein. The American College of Sports Medicine recommends 1.2 to 1.7 grams of protein per kilogram of body weight per day for people who exercise regularly. For a 150-pound person, that works out to roughly 82 to 116 grams daily. Spreading protein across meals (rather than loading it all into one sitting) gives your muscles a steadier supply of the building blocks they need.

Hydration matters too. Dehydrated muscle tissue is stiffer and slower to recover. If your urine is pale yellow, you’re in good shape. If it’s consistently dark, you’re likely not drinking enough.

Tart cherry juice has gained popularity as a recovery supplement because of its high concentration of anti-inflammatory compounds. Some studies show benefits for endurance exercise performance when consumed regularly over several days before and after training, though a 2023 study in recreationally active women found that short-term supplementation didn’t improve soreness or muscle function. The evidence is mixed enough that it’s worth trying if you enjoy it, but it’s not a replacement for consistent protein intake and hydration.

Cold Therapy and Heat

Cold water immersion, the “cold plunge” trend, can reduce the sensation of soreness by numbing nerve endings and constricting blood vessels to limit swelling. According to the Mayo Clinic, water should be 50°F (10°C) or colder, and most people start with 30 seconds to a minute before working up to 5 to 10 minutes. A cold shower targeting sore areas offers a more accessible version of the same idea.

Heat works differently. A warm bath or heating pad increases blood flow and relaxes tight, sore muscles. Many people find heat more comfortable and practical than cold. A good general approach: use cold in the first 24 hours after an intense workout when inflammation is peaking, then switch to heat on days two and three to promote circulation and loosen stiffness.

Stretching: Timing Matters

Static stretching, where you hold a position for 20 to 30 seconds, is best done after exercise or during your recovery days. It helps return muscles to their pre-exercise length, which can prevent some of the stiffness that builds overnight. Before your next workout, dynamic stretching (leg swings, arm circles, walking lunges) is the better choice because it warms muscles up without temporarily reducing their ability to generate force.

Stretching won’t eliminate DOMS, but it can keep you moving more comfortably while your muscles heal. Focus on gentle, sustained holds rather than bouncing or pushing into pain.

Sleep and Rest Days

Most of your muscle repair happens during sleep, when your body releases growth hormone and directs resources toward tissue recovery. Consistently sleeping fewer than 7 hours has been linked to slower recovery and increased perceived soreness. If you’re training hard, prioritizing sleep is one of the highest-return recovery strategies available.

Rest days aren’t wasted days. Muscle fibers need 48 to 72 hours to fully repair after intense training. You can still do light activity on rest days (that’s active recovery), but hammering the same muscle group again before soreness resolves increases your risk of injury and delays the adaptation you’re training for.

When Soreness Signals Something Serious

Normal DOMS feels like a dull, achy tenderness that improves with movement and fades within three to five days. Certain warning signs point to rhabdomyolysis, a rare but serious condition where muscle tissue breaks down rapidly and releases proteins that can damage the kidneys.

Watch for dark urine that looks brown, red, or tea-colored. This is the hallmark symptom. Extreme muscle swelling, severe weakness (not just soreness), and pain that doesn’t improve or gets worse after 72 hours are also red flags. Rhabdomyolysis is most common after unusually intense workouts, especially if you’re returning to exercise after a long break, training in extreme heat, or doing a very high volume of eccentric movements. If your urine changes color after a hard workout, that warrants immediate medical attention.
