Elevating your legs above heart level is the single fastest way to reduce swollen feet and ankles. Most swelling in the lower extremities comes from fluid pooling due to gravity, prolonged standing or sitting, excess sodium, or an underlying medical condition. The good news is that mild to moderate swelling usually responds well to a handful of straightforward strategies you can start today.
Elevate Your Legs the Right Way
Elevation works because it uses gravity to drain fluid back toward your core. The key detail most people miss: your feet need to be above the level of your heart, not just propped on an ottoman. Lying on your back with your legs resting on a stack of pillows or against a wall is the easiest way to get the angle right. Aim for about 15 minutes per session, three to four times a day. If you work at a desk, even a short session during lunch and another after work can make a noticeable difference.
Use Movement to Push Fluid Out
Your calf muscles act as a pump for the veins in your lower legs. Every time the muscle contracts, it squeezes blood and fluid upward toward your heart. Sitting or standing still for hours shuts that pump down, which is why long flights and desk jobs are common triggers for swollen ankles.
Ankle pumps are one of the simplest ways to activate this pump without even standing up. Sit or lie down with your legs extended, then point your toes toward your knees as far as you can, followed by pointing them away from you. Repeat this back-and-forth motion for two to three minutes, and do it two to three times per hour when you’re sitting for long stretches. Walking, cycling, and swimming are all effective for the same reason: they keep those calf muscles contracting rhythmically.
Cut Back on Sodium
When you eat more salt than your body needs, your kidneys respond by holding onto extra water to keep your blood chemistry balanced. That retained fluid eventually leaks out of small blood vessels and settles in your tissues, particularly your feet and ankles where gravity pulls it. This is one of the most common and most fixable causes of lower-leg swelling.
The American Heart Association recommends staying under 1,500 mg of sodium per day for the general population. For context, a single fast-food meal can easily contain 1,200 to 1,800 mg. The biggest culprits are restaurant food, processed snacks, canned soups, deli meats, and condiments like soy sauce. Reading nutrition labels and cooking more meals at home are the two changes that tend to make the largest impact. Most people who reduce their sodium intake notice less puffiness in their feet and ankles within a few days.
Stay Hydrated, Don’t Restrict Water
It sounds counterintuitive, but drinking enough water actually helps reduce swelling rather than making it worse. When you’re dehydrated, your kidneys retain more sodium and water as a protective response. That retained fluid builds up in surrounding tissues and causes swelling. Staying consistently hydrated helps your kidneys flush excess sodium more efficiently, which reduces the amount of fluid that leaks into your tissues. Plain water is ideal. Sugary or high-sodium drinks work against you.
Try Compression Socks or Stockings
Compression garments apply steady pressure to your lower legs, which helps prevent fluid from accumulating in the first place and supports your veins in moving blood back upward. They come in different pressure levels, measured in millimeters of mercury (mmHg).
- 15 to 20 mmHg (mild): Good for very early or mild swelling, long flights, or days when you’ll be on your feet for hours. These are available over the counter and feel similar to snug athletic socks.
- 20 to 30 mmHg (moderate): The most commonly prescribed level for mild to moderate swelling that doesn’t resolve with lighter compression. Noticeably firmer but still manageable for daily wear.
- 30 to 40 mmHg (firm): Used for more persistent or severe swelling, particularly in the lower legs where gravitational load is highest. These typically require a prescription and proper fitting.
Start with mild compression if you’ve never worn them before. Put them on first thing in the morning before swelling has a chance to build up during the day. If your swelling doesn’t improve with 15 to 20 mmHg stockings after a week or two, a higher grade may be worth discussing with your doctor.
Watch for Warning Signs
Most swollen feet and ankles are harmless and caused by heat, prolonged sitting, salty meals, or being on your feet all day. But certain patterns signal something more serious.
Swelling in only one leg, especially when accompanied by pain in the calf or along the inner thigh, warmth, or redness, can indicate a blood clot in a deep vein. Swelling in both legs that develops gradually and doesn’t improve with elevation or sodium reduction can sometimes point to problems with the heart, kidneys, or liver. These organs all play a role in regulating fluid balance, and when one of them struggles, fluid tends to accumulate in the lowest parts of the body first.
Daily Habits That Prevent Recurrence
If swollen ankles are a recurring problem for you, the strategies above work best as a daily routine rather than a one-time fix. A few practical adjustments make the biggest difference over time: break up long periods of sitting with a short walk or a few minutes of ankle pumps, keep sodium under 1,500 mg most days, wear compression stockings on days you know you’ll be sedentary or standing for extended periods, and elevate your legs in the evening before bed. Sleeping with a pillow under your calves can also help prevent fluid from pooling overnight.
Excess body weight increases pressure on the veins in your legs and makes it harder for fluid to return to your heart efficiently. Even modest weight loss, if relevant, can reduce chronic lower-leg swelling. Regular physical activity helps in two ways: it strengthens the calf muscle pump and supports cardiovascular health, both of which improve fluid circulation in your legs.
