What to Do When You Start to Feel Sick

At the first sign of a scratchy throat, unusual fatigue, or body aches, the steps you take in the next 24 to 48 hours can genuinely influence how sick you get and how fast you recover. This early window, before full symptoms hit, is when your immune system is ramping up its response and your body needs the most support. Here’s what actually helps.

What’s Happening in Your Body Right Now

That vague, “something’s off” feeling has a name: the prodromal phase. A virus has been multiplying since you were exposed, and your immune system has now detected it and started fighting back. The fatigue, mild soreness, low-grade fever, and general achiness you’re feeling aren’t caused by the virus itself. They’re caused by your immune system switching on, releasing signaling proteins that trigger inflammation, raise your body temperature, and redirect energy toward fighting the infection.

This is actually a good sign. Your body is doing exactly what it should. The goal right now isn’t to suppress that response but to give your immune system the best possible conditions to do its job efficiently.

Sleep Is the Single Most Important Thing

Nothing you can take from a pharmacy shelf comes close to what sleep does for your immune system. Even one night of reduced sleep (around four hours) drops the activity of natural killer cells, your body’s front-line virus destroyers, by about 28%. Over several nights of poor sleep, antibody production can fall by more than 50%. Those are enormous deficits when you’re trying to fight off an infection.

If you feel illness creeping in, cancel evening plans and get to bed early. Aim for at least eight hours, more if your body wants it. That heavy, drowsy feeling pulling you toward the couch is your immune system telling you to rest. Listen to it. Napping during the day counts too. This is the single highest-impact thing you can do in the first 24 hours.

Drink More Fluids Than You Think You Need

Fever, sweating, and a runny nose all pull water out of your body faster than normal. Dehydration thickens the mucus lining your airways, making it harder to trap and clear pathogens. The NHS recommends 6 to 8 glasses of fluid daily under normal conditions, and explicitly advises drinking beyond that when you’re unwell. Water is the best option, but warm broth, herbal tea, and diluted juice all contribute.

A practical approach: keep a water bottle or mug within arm’s reach at all times and sip steadily throughout the day. Warm liquids have the added benefit of soothing a sore throat and helping loosen congestion. If you’re sweating from a fever, consider adding a pinch of salt or drinking something with electrolytes to replace what you’re losing.

Simple Remedies That Actually Work

A saltwater gargle is one of the oldest sore throat treatments, and it holds up. Mix roughly a quarter to half teaspoon of table salt into 8 ounces of warm water, gargle for 15 to 30 seconds, and spit. This draws excess fluid out of inflamed throat tissue and creates a less hospitable environment for bacteria. Repeating this a few times a day can noticeably reduce throat pain.

Honey is another option with real evidence behind it. A Penn State study found that a small dose of buckwheat honey before bed reduced the severity and frequency of nighttime cough more effectively than dextromethorphan, the active ingredient in many over-the-counter cough syrups. Stir a spoonful into warm tea or take it straight. (Honey should never be given to children under one year old.)

For nasal congestion, steam inhalation helps. Lean over a bowl of hot water with a towel draped over your head, or simply sit in a steamy bathroom. Saline nasal rinses or sprays also thin mucus and flush irritants out of your nasal passages.

Managing Fever and Pain

A mild fever (under 102°F or so) is your immune system working, not a problem to solve. Elevated body temperature slows viral replication and speeds up immune cell activity. You don’t need to treat a low-grade fever unless it’s making you miserable enough that you can’t rest.

If aches, headache, or fever are keeping you from sleeping, basic over-the-counter pain relievers can help you get the rest your body needs. The threshold to watch is 104°F (40°C) in adults. A fever at or above that level warrants a call to your doctor. A fever above 102°F that persists for more than three days also deserves medical attention, even if it doesn’t hit that higher mark.

Keep Your Indoor Air From Working Against You

Dry indoor air, common in heated homes during winter, does two things that make illness worse. It dries out the mucous membranes in your nose and throat, weakening a key physical barrier against infection. And research published in Environmental Science & Technology found that airborne cold viruses survive better when indoor humidity drops below about 38%.

The ideal range for indoor humidity is 40 to 60%. A simple humidifier in your bedroom can keep you in that zone. If you don’t have one, placing a bowl of water near a heat source or hanging a damp towel in the room adds some moisture. Very high humidity (above 68%) isn’t helpful either, so you’re aiming for a moderate middle ground.

What About Zinc and Vitamin C?

You’ll see zinc lozenges marketed heavily for colds. The evidence is mixed. Some studies suggest zinc taken very early in a cold may shorten its duration by a day or so, but the Mayo Clinic notes that researchers still haven’t established a clear effective dose, and the side effects (nausea, bad taste) can be significant. It’s not a reliable intervention.

Vitamin C has a similar story. Regular supplementation may slightly reduce how long a cold lasts, but megadosing once you already feel sick doesn’t appear to help much. Neither supplement is a substitute for sleep and hydration, which have far stronger evidence behind them.

You’re Contagious Right Now

This is the part most people underestimate. With influenza, you’re infectious starting the day before symptoms appear and remain contagious for roughly 5 to 7 days after symptoms begin. The peak window for spreading the virus is the first 3 to 4 days after you start feeling sick, especially if you have a fever. Common colds follow a similar pattern, with the highest viral shedding in the first two to three days of symptoms.

That means the moment you feel something coming on, you’re likely already at or near your most contagious. Stay home if you can. If you can’t, wash your hands frequently, avoid touching your face, and keep distance from others. Coughing or sneezing into your elbow rather than your hands reduces the amount of virus you deposit on shared surfaces. This isn’t just courtesy. It’s the practical reality of when and how respiratory viruses spread.

Warning Signs That Need Immediate Attention

Most colds and mild respiratory infections resolve on their own within 7 to 10 days. But certain symptoms signal something more serious. In adults, seek emergency care if you experience difficulty breathing or shortness of breath, persistent dizziness or confusion, inability to stay awake, or seizures. In children, watch for fast or labored breathing, bluish lips or face, ribs pulling inward with each breath, or a lack of alertness when awake.

Outside of those emergencies, call your doctor if a fever reaches 104°F, if symptoms improve and then suddenly worsen (a possible sign of secondary bacterial infection), or if you’re in a higher-risk group due to age, pregnancy, or a chronic health condition. For everyone else, the best medicine in those first critical hours is boring but effective: sleep as much as possible, drink fluids steadily, and give your immune system the space to do what it’s built to do.
