Sore muscles after a tough workout usually peak one to three days later and resolve on their own within about a week. The soreness, known as delayed onset muscle soreness (DOMS), is your body repairing and rebuilding muscle fibers after being stressed in new ways. You don’t need to just sit around and wait it out. A combination of light movement, temperature therapy, and a few simple nutrition strategies can meaningfully reduce the pain and speed your recovery.

Why Your Muscles Get Sore in the First Place

DOMS happens when you work your muscles harder than they’re used to or challenge them with unfamiliar movements. Exercises where you lengthen a muscle under load, like lowering a heavy weight or running downhill, are especially likely to cause it. The discomfort doesn’t hit during the workout itself. It builds over several hours and typically peaks between 24 and 72 hours later.

This isn’t a sign of damage you need to worry about. It’s the normal process of muscle fibers being stressed, then repaired and regrown slightly stronger than before. That said, managing the soreness well lets you stay active and consistent with training rather than being sidelined for days.

Move Lightly Instead of Resting Completely

The old advice was to rest completely until soreness faded. The current approach is better: mix light movement with passive recovery techniques like cold therapy or compression. Light activity at about 50 to 60 percent of your normal effort increases blood flow to your muscles, which flushes out the cellular byproducts of exercise and helps tissue return to normal faster.

This doesn’t mean repeating the workout that made you sore. It means going for a walk, an easy bike ride, gentle swimming, or a yoga session. Even six to ten minutes of a cooldown after your original workout can reduce inflammation and muscle breakdown. The key is keeping the intensity low enough that you’re promoting circulation without creating more stress on already-taxed fibers.

Use Cold First, Then Switch to Heat

Temperature therapy is one of the simplest tools for sore muscles, but timing matters. In the first 48 hours, cold is your best option. Ice packs, cold baths, or even a bag of frozen vegetables wrapped in a towel can reduce swelling and numb the area. Apply cold for 15 to 20 minutes at a time with a barrier between the ice and your skin.

After that initial two-day window, switch to heat. Warm compresses, a hot bath, or a heating pad helps relax tight muscles and encourages blood flow to the sore area. Foam Rolling and Self-Massage

Foam rolling works by applying direct pressure to tight or sore spots, which can help release tension and improve blood flow to the tissue. You don’t need to spend long on each area. According to Ohio State University’s Wexner Medical Center, targeting a specific muscle for just 5 to 30 seconds is enough to feel the tenderness start to dissipate. Roll slowly, pause on tender spots, and let the pressure do the work rather than aggressively grinding back and forth.

Focus on the major muscle groups that feel sore: quads, hamstrings, calves, glutes, and upper back. A lacrosse ball or tennis ball works well for smaller, harder-to-reach areas like the bottom of your feet or the muscles around your shoulder blades. The goal is moderate pressure that feels like a “good hurt,” not sharp or stabbing pain.

What to Eat and Drink for Recovery

Protein is the obvious priority after a hard workout since your muscles need amino acids to rebuild. Aim for 20 to 40 grams of protein within a couple of hours after training, and spread your intake across meals throughout the day. Beyond that, a few specific nutrients and foods can make a noticeable difference in how sore you feel.

Tart cherry juice has some of the best evidence behind it for reducing muscle soreness. Clinical trials typically use 240 to 480 mL (roughly 8 to 16 ounces) per day, and many athletes drink it both before and after hard training days. The natural compounds in tart cherries help reduce inflammation and may speed recovery between sessions.

Magnesium plays a role in muscle function and relaxation, and supplements may help reduce muscle pain if your levels are low. The recommended daily intake is around 310 to 320 mg for adult women and 400 to 420 mg for adult men, depending on age. Many people don’t get enough through diet alone. Magnesium glycinate has become a popular supplemental form because it’s generally well-absorbed and easy on the stomach. Foods rich in magnesium include spinach, almonds, black beans, and dark chocolate.

Staying well-hydrated also matters more than people realize. Dehydrated muscles recover more slowly and cramp more easily. Water is sufficient for most workouts, but if you’ve been sweating heavily, adding electrolytes (sodium, potassium, magnesium) helps your body rehydrate more effectively.

Over-the-Counter Pain Relievers

Anti-inflammatory medications like ibuprofen can take the edge off severe soreness, and recent research suggests they don’t interfere with muscle growth or repair the way some athletes have feared. A study published through the American Physiological Society found that both chronic low-dose and acute high-dose anti-inflammatory use did not reduce muscle size in exercising subjects or blunt the muscle-building signals triggered by exercise.

That said, these medications mask pain rather than fix the underlying cause, so they’re best used sparingly for soreness that’s genuinely interfering with your daily life or sleep. They shouldn’t become a routine part of every workout.

When Soreness Is Something More Serious

Normal muscle soreness is uncomfortable but manageable. It fades gradually over three to five days and doesn’t prevent you from basic activities. A few warning signs suggest something beyond typical DOMS, specifically a condition called rhabdomyolysis, where muscle tissue breaks down rapidly and releases harmful proteins into the bloodstream.

Watch for these red flags:

  • Dark urine that looks tea- or cola-colored
  • Pain that’s far more severe than you’d expect from the workout you did
  • Extreme weakness or fatigue where you can’t complete tasks you’d normally handle easily

Rhabdomyolysis symptoms can take hours or even days to appear after the initial muscle injury, which means the timeline can overlap with when you’d normally expect DOMS. You can’t distinguish rhabdo from severe soreness based on symptoms alone. The only definitive way to diagnose it is through a blood test. If your urine turns dark or your pain feels disproportionate to the effort you put in, get evaluated promptly.
