What to Drink for Muscle Recovery After a Workout

The best drinks for muscle recovery combine three things: fluid to rehydrate, protein to repair muscle fibers, and carbohydrates to restore energy. No single drink does everything perfectly, but several options cover most of the bases, and combining a couple of them can address the full picture.

Protein Shakes Build and Repair Muscle

Protein is the most important nutrient for muscle repair after exercise. Whey protein shakes are the most popular option because whey digests quickly, flooding your muscles with amino acids when they need them most. A serving of 25 to 30 grams of protein, containing at least 3 grams of leucine (the amino acid that triggers muscle rebuilding), is the target range per meal or shake. Most standard whey protein scoops hit this mark.

If you’re drinking a recovery shake before bed, casein protein is a better choice. Casein digests slowly over several hours, providing a steady supply of amino acids while you sleep. Muscle protein synthesis increases throughout the night when casein is consumed before sleep compared to having nothing. A casein shake or even a glass of milk (which is roughly 80% casein) makes a practical nighttime option.

Chocolate Milk Is a Surprisingly Effective Option

Chocolate milk has become a go-to recovery drink for athletes because it naturally provides the combination of fast carbohydrates, protein, electrolytes, and fluid that recovery demands. An 8-ounce glass delivers roughly 8 grams of protein alongside simple sugars that help replenish glycogen, the stored energy your muscles burn during exercise. The roughly 3:1 or 4:1 ratio of carbs to protein in chocolate milk closely matches what sports nutrition guidelines recommend for glycogen restoration. It’s also inexpensive and widely available, which matters when the alternative is a $4 specialty drink.

Tart Cherry Juice Reduces Soreness

Tart cherry juice is one of the few drinks with solid evidence for reducing delayed-onset muscle soreness, the deep ache that peaks 24 to 48 hours after a hard workout. The natural compounds in tart cherries lower inflammation and markers of muscle damage.

The catch is that tart cherry juice works best as a loading strategy, not a one-time fix. Research suggests drinking it daily for 3 to 7 days before a hard training session or event, then continuing for 2 to 4 days afterward. The typical dose is 30 mL of concentrate twice a day (60 mL total), or about 237 to 355 mL of regular tart cherry juice twice daily. That’s roughly one to one and a half cups, twice a day. For an everyday gym session this may be overkill, but for race recovery, intense training blocks, or competition weekends, it’s worth the effort.

Watermelon Juice Eases Post-Exercise Soreness

Watermelon juice contains a compound called citrulline that the body converts into nitric oxide, which improves blood flow and helps clear metabolic waste from tired muscles. In a study published in the Journal of Agricultural and Food Chemistry, athletes who drank 500 mL of natural watermelon juice (containing about 1.17 grams of citrulline) reported significantly less muscle soreness 24 hours after exercise compared to a placebo. The natural juice performed just as well as a version enriched with extra citrulline, suggesting that a couple of cups of real watermelon juice provides enough to make a difference.

Electrolyte Drinks and Proper Rehydration

Water alone isn’t always enough after intense or prolonged exercise, especially in hot conditions. When you sweat, you lose sodium, potassium, and other minerals that your muscles and nerves need to function. Sports drinks typically contain 35 to 200 mg of sodium per 8 ounces, which helps your body actually retain the fluid you drink rather than just passing it through. Coconut water takes the opposite approach, delivering 500 to 600 mg of potassium per 8 ounces but only about 60 mg of sodium, making it a better fit for potassium replacement but a poor choice if sodium losses were heavy.

A practical rehydration target: drink 100% to 150% of whatever body weight you lost during exercise. If you weighed one pound less after your workout, that’s roughly 16 to 24 ounces of fluid. The extra volume accounts for the fact that drinking a large amount of fluid at once causes some of it to be excreted before your body absorbs it. When recovery time between sessions is short (less than four hours), hitting the higher end of that range matters more.

Ginger and Turmeric Drinks for Inflammation

Ginger has measurable effects on exercise-induced muscle pain. In a study of 74 people, consuming 2 grams of ginger daily for 11 days significantly reduced muscle soreness caused by exercise. That’s roughly a one-inch piece of fresh ginger root, which you can steep into tea or blend into a smoothie. Turmeric works through similar anti-inflammatory pathways, and the two are often combined in golden milk or recovery teas. The active compound in turmeric absorbs poorly on its own, so pairing it with a fat source (like the milk in golden milk) or black pepper improves its effectiveness.

Timing Matters Less Than You Think

The old advice about a 30- to 60-minute “anabolic window” after exercise, where you supposedly must consume protein or lose your gains, is largely outdated. Current evidence suggests this window extends to 5 or 6 hours surrounding your training session. If you ate a meal containing protein before your workout, there’s no rush to slam a shake the moment you put down the weights. Your pre-workout meal is already supplying amino acids.

The one exception: if you trained in a fasted state, such as first thing in the morning without breakfast, post-workout nutrition becomes more time-sensitive. In that case, getting a protein-rich drink within an hour or so of finishing makes a meaningful difference in recovery.

What About Caffeine?

Coffee or caffeinated drinks are sometimes recommended for recovery on the theory that caffeine helps restore glycogen faster. The evidence doesn’t support this. A study of 20 athletes found that caffeine taken before prolonged cycling had no effect on glycogen depletion or replenishment compared to a placebo. Caffeine has real performance benefits when consumed before exercise, but as a recovery drink ingredient, it doesn’t add much. If you enjoy coffee after a workout, there’s no reason to avoid it, but don’t count on it to speed recovery.

Putting It Together

For most people after a standard gym session, a protein shake with 25 to 30 grams of protein, paired with water or an electrolyte drink, covers the essentials. If you’re training hard or doing endurance work, adding a carbohydrate source (chocolate milk handles both protein and carbs) and rehydrating aggressively with electrolytes becomes more important. Tart cherry juice and watermelon juice are useful additions during particularly intense training periods. A casein shake or glass of milk before bed supports overnight repair. The specifics matter less than consistency: your muscles recover over hours and days, not minutes, so the overall pattern of what you drink across the day outweighs any single post-workout choice.
