A high-carbohydrate, low-fiber meal eaten two to four hours before your race gives your muscles the fuel they need without causing stomach problems. The specifics, from portion size to food choices, depend on how far you’re racing and how your body handles food under stress. Here’s how to get it right.
How Much to Eat and When
Your pre-race meal should center on carbohydrates, and the total amount matters more than most people think. Aim for roughly 1 to 2 grams of carbohydrates per kilogram of body weight, eaten one to four hours before the start. For a 70 kg (154 lb) runner, that’s somewhere between 70 and 140 grams of carbs. If you’re eating closer to race time (within two hours), keep carbohydrates under 75 grams to give your stomach time to empty. The further out you eat, the more you can consume.
Timing shapes how aggressive you can be with portion size. A full breakfast four hours before the gun lets you eat a substantial plate of food. A smaller top-up two hours out should be lighter and simpler. Eating within an hour of the start works for some people, but it increases the risk of cramping and nausea, so test this in training first.
What a Good Pre-Race Meal Looks Like
The goal is easy-to-digest carbohydrates with a small amount of protein and very little fat or fiber. Fat and fiber slow digestion, which is normally a benefit but becomes a liability when you’re about to run hard. Practical options include:
- White toast or a bagel with jam, honey, or a thin layer of peanut butter
- Porridge (oatmeal) topped with honey or fruit compote
- Low-fiber cereal like cornflakes, Rice Krispies, or Cheerios with milk
- Overnight oats made the night before
- A fruit smoothie with oats blended in
- A cereal or granola bar for a lighter option closer to start time
White bread is preferable to whole grain on race morning. This is one of the few times in nutrition where choosing the less “healthy” option is the smarter move. Whole grains, while great for everyday eating, contain more fiber that can trigger cramping or urgent bathroom stops mid-race.
Does Glycemic Index Matter?
You may have heard that low-glycemic foods (those that release sugar slowly) are better before exercise. The research doesn’t strongly support this for race performance. A study comparing high-glycemic and low-glycemic pre-exercise meals found no meaningful difference in sprint times, endurance, heart rate, or perceived effort during exercise. Blood sugar did spike higher in the 15 to 30 minutes after the high-glycemic meal, but once exercise started, glucose levels were nearly identical between the two groups. Eat what sits well in your stomach rather than stressing over glycemic index.
Adjusting for Race Distance
A 5K takes most recreational runners 20 to 35 minutes. At that duration, your body has plenty of stored fuel, and a pre-race meal is more about comfort than performance. A light breakfast or even a banana and some water is sufficient. The main priority is not feeling heavy or bloated at the starting line.
For a half marathon, your pre-race meal carries more weight. You’ll be running for one to two hours, and starting with full glycogen stores makes a noticeable difference in how you feel in the final miles. A solid breakfast with 1 to 2 grams of carbs per kilogram is appropriate here.
Marathon and ultra distances demand the most preparation. Carbohydrate loading in the two to three days before the race becomes important, not just the morning meal. During the race itself, guidelines recommend consuming about 60 grams of carbohydrates per hour for the first two and a half hours, increasing to up to 90 grams per hour beyond that. Your pre-race breakfast is essentially the first step in a fueling strategy that continues throughout the event.
Avoiding Stomach Problems
Gastrointestinal distress is one of the most common complaints on race day, and what you eat in the 24 to 48 hours beforehand plays a bigger role than most runners realize. A category of poorly absorbed carbohydrates called FODMAPs are a frequent culprit. These are found in foods that seem perfectly healthy: garlic, onions, asparagus, Brussels sprouts, legumes, certain fruits like watermelon, and dairy products like milk, yogurt, and cottage cheese.
Research has found that 60% of athletes consume high-FODMAP products in their pre-competition diet, often without knowing it. Even some sports-specific products like energy gels and bars contain them. Reducing your intake of these foods for one to two days before a race can significantly lower the odds of bloating, gas, and diarrhea. Artificial sweeteners like sorbitol and mannitol (common in sugar-free gums and some sports products) are also worth avoiding, as they pull water into the gut and accelerate fermentation.
A simple rule: stick to foods you’ve eaten before training runs. Race morning is not the time to try a new breakfast spot or an unfamiliar energy bar.
Pre-Race Hydration
Start hydrating well before you reach the starting line. Current guidelines recommend drinking 5 to 7 milliliters of fluid per kilogram of body weight at least four hours before exercise. For a 70 kg person, that’s roughly 350 to 490 ml (about 12 to 17 ounces). If your urine is still dark two hours before the race, add another 3 to 5 ml per kilogram.
During races lasting longer than two hours, the recommendation is 400 to 800 ml of fluid per hour, adjusted based on your sweat rate and the weather. A sports drink containing sodium (in the range of 230 to 690 mg per liter) helps with absorption and reduces the risk of a dangerous drop in blood sodium levels. For shorter races, plain water is fine.
Caffeine as a Performance Booster
Caffeine is one of the most well-studied performance enhancers in sports, and it works. A moderate dose of about 3 to 6 mg per kilogram of body weight, taken roughly 60 minutes before your race, improves endurance, perceived effort, and reaction time. For a 70 kg person, that translates to about 200 to 420 mg, or roughly two to four cups of coffee.
More is not better. Higher doses (around 9 mg per kilogram) don’t produce additional performance gains and increase the likelihood of jitteriness, a racing heart, and GI distress. If you’re not a regular caffeine user, start with the lower end and test it during a training run first.
Beetroot Juice for Endurance
Beetroot juice contains nitrates that your body converts into a compound that helps muscles use oxygen more efficiently. For endurance events, drinking beetroot juice about 90 minutes before the start allows nitrate levels to peak during your race. The effective dose is at least 6 to 8 mmol of nitrates, which is typically one concentrated beetroot shot (the kind sold specifically for athletes). The peak effect occurs around 150 minutes after ingestion.
One important detail: avoid using mouthwash on race morning. The bacteria on your tongue play a key role in converting nitrates into their active form, and antiseptic mouthwash disrupts that process. Highly trained elite athletes tend to see smaller benefits from beetroot juice than recreational runners, likely because their bodies are already very efficient at oxygen delivery.
