The practical takeaway is that total daily protein matters far more than the exact minute you eat it. If you had a solid meal two hours before training, you don’t need to race to drink a shake the moment you rerack the bar. Just make sure you eat a protein-rich meal within a couple of hours on either side of your session.
How Nutrition Shifts by Workout Type
Endurance athletes, like distance runners and cyclists, burn through significantly more stored energy than someone doing a 45-minute weight session. Their calorie and carbohydrate needs sit at the upper end of the range, and post-workout glycogen replenishment is genuinely time-sensitive. If you’re doing back-to-back training days or two sessions in one day, getting carbs in within that 30-minute window matters more because your body restores glycogen fastest during that period.
For strength training, the picture is different. Calorie needs are moderate compared to endurance work, but protein needs are higher relative to carbs. Weightlifters benefit from distributing protein across multiple meals throughout the day rather than loading it all into one post-workout shake. If you’re preparing for a long endurance event like a marathon or century ride, carbohydrate loading in the days before can help. Skip BCAA Supplements, Choose Whole Protein

Low doses of around 100 to 200 milligrams (roughly one to two cups of coffee) improve endurance performance without the jitteriness or gut issues that higher doses cause. That translates to about 1.5 to 3 milligrams per kilogram of body weight.
Higher doses of 5 to 9 milligrams per kilogram also boost performance, but come with side effects for many people: elevated heart rate, anxiety, and disrupted sleep if taken later in the day. Starting at the lower end is the standard recommendation, especially if you’re not a regular coffee drinker. Timing-wise, caffeine peaks in your bloodstream about 30 to 60 minutes after you consume it, so drinking your coffee on the way to the gym works well.
