Certain foods can meaningfully reduce muscle soreness by lowering inflammation, supplying raw materials for repair, or both. The most effective options are tart cherry juice, fatty fish, ginger, turmeric, and protein-rich foods timed around your workouts. Here’s what the evidence actually supports and how much you need to eat.
Tart Cherry Juice
Tart cherry juice is one of the most studied foods for exercise-related soreness, and the results are consistently positive. The anthocyanins in tart cherries act as potent anti-inflammatory and antioxidant compounds that help limit the muscle damage cascade after hard training.
The typical dose used in clinical trials is about 30 mL (one ounce) of tart cherry concentrate twice a day, or roughly 8 to 12 ounces of regular tart cherry juice twice a day. Most study protocols have participants start drinking it a few days before a hard workout and continue for two to three days after. You can blend the concentrate into a smoothie or dilute it with water. Look for 100% Montmorency tart cherry juice or concentrate rather than sweetened cherry drinks.
Protein: How Much and When
Muscle soreness is ultimately caused by microscopic damage to muscle fibers, and protein provides the amino acids your body needs to rebuild them. The practical target is 20 to 40 grams of protein per meal, or roughly 0.4 to 0.5 grams per kilogram of your lean body mass.
You’ve probably heard about the “anabolic window,” the idea that you need to slam a protein shake within an hour of finishing your workout. The reality is more forgiving. The window for effective muscle repair extends to about five to six hours surrounding your training session. If you ate a meal with adequate protein an hour or two before exercising, there’s no urgency to eat again the moment you rack the weights. What matters more is hitting your protein targets consistently across the day. Good sources include eggs, Greek yogurt, chicken, fish, cottage cheese, and whey or plant-based protein powder.
Fatty Fish and Omega-3s
The omega-3 fats in salmon, mackerel, sardines, and other fatty fish get incorporated directly into your cell membranes, where they change how your body produces inflammatory signals. A meta-analysis of randomized controlled trials found that omega-3 supplementation significantly reduced three key markers of inflammation after exercise-induced muscle damage: interleukin-6, tumor necrosis factor alpha, and C-reactive protein. In plain terms, omega-3s dial down the inflammatory response that makes your muscles feel swollen and tender.
Two to three servings of fatty fish per week is a reasonable baseline. If you don’t eat fish regularly, a fish oil supplement providing combined EPA and DHA in the range of 1 to 3 grams daily is a common alternative. Walnuts, chia seeds, and flaxseeds contain a plant-based omega-3 (ALA), but your body converts it to the active forms inefficiently, so they’re a less reliable source for this purpose.
Turmeric and Curcumin
Curcumin, the active compound in turmeric, reduces both muscle damage markers and perceived soreness. A large meta-analysis found that curcumin supplementation lowered pain scores at every time point from 24 to 96 hours after exercise, with the biggest effect showing up at 96 hours, when soreness from hard training often lingers the most. The benefit was strongest when people supplemented for more than a week rather than taking a single dose, suggesting that building it into your regular diet works better than using it as a one-time fix.
Curcumin on its own is poorly absorbed. Pairing turmeric with black pepper (which contains piperine) dramatically increases absorption. You can add turmeric and a pinch of black pepper to scrambled eggs, rice dishes, soups, or golden milk. If you prefer a supplement, look for formulations that include piperine or use enhanced-absorption technology, and aim for a dose under 1.5 grams of curcumin daily, which is the range where the research showed the clearest benefit.
Ginger
Ginger shares some anti-inflammatory properties with turmeric and has its own solid track record. In a well-known trial published in The Journal of Pain, participants who consumed 2 grams of ginger daily for 11 consecutive days experienced about a 25% reduction in muscle pain 24 hours after a hard eccentric workout compared to placebo. Both raw and heat-treated ginger produced similar results, so cooking it doesn’t destroy the benefit.
Two grams is roughly a one-inch piece of fresh ginger root. You can grate it into stir-fries, steep it in hot water for tea, blend it into smoothies, or add it to marinades. Pickled ginger and crystallized ginger count too, though watch the sugar content in crystallized versions.
Watermelon
Watermelon is a natural source of L-citrulline, an amino acid that your body converts into L-arginine and then into nitric oxide, which improves blood flow to recovering muscles. In one trial, cyclists who drank about half a liter of watermelon juice before intense exercise reported essentially no leg soreness the following day compared to a placebo group.
The catch is that you need a decent volume. Half a liter of juice (roughly 16 ounces) delivered about 1.17 grams of L-citrulline in that study. Eating two to three cups of fresh watermelon gives you a comparable amount while also providing water, potassium, and vitamin C. It’s an especially practical option in warm weather when you want something hydrating after a workout.
Branched-Chain Amino Acids
Foods rich in branched-chain amino acids (BCAAs), specifically leucine, isoleucine, and valine, can reduce soreness measurably. A systematic review and meta-analysis found that BCAA intake led to significantly lower soreness scores at both 24 and 48 hours after muscle-damaging exercise compared to placebo. Chicken breast, eggs, beef, tuna, and dairy products are all naturally high in BCAAs. If you’re already eating enough total protein from whole foods, a separate BCAA supplement likely adds little extra benefit, but it can help if your overall protein intake is low or you train fasted.
Magnesium-Rich Foods
Magnesium plays a role in muscle contraction and relaxation, and many people fall short of the recommended daily intake. Low magnesium can contribute to muscle cramps and prolonged tightness that compounds soreness. Dark leafy greens (spinach, Swiss chard), pumpkin seeds, almonds, black beans, and dark chocolate are all good dietary sources. The general target for supplemental magnesium glycinate, a well-absorbed form, is 200 to 400 mg daily, taken with food or before bed. Getting enough magnesium won’t erase soreness on its own, but a deficiency can make recovery harder.
What Doesn’t Help as Much as You’d Think
Hydration is critical for performance and overall health, but it doesn’t appear to change muscle soreness directly. A controlled study that compared recovery under normal hydration versus fluid restriction over 72 hours found no difference in soreness between the two conditions. Soreness peaked at 48 hours and stayed elevated at 72 hours regardless of hydration status. This doesn’t mean you should skip water. It means drinking extra fluids won’t speed up the resolution of sore muscles the way anti-inflammatory foods can.
Putting It Together
You don’t need to overhaul your diet. A practical soreness-fighting day might look like this: eggs with turmeric and black pepper in the morning, a handful of almonds as a snack, salmon or chicken with leafy greens at lunch, a smoothie with tart cherry concentrate and whey protein after training, and fresh ginger in a stir-fry at dinner. Watermelon makes a good pre-workout snack on heavy training days.
The biggest lever is consistency. Curcumin works better after a week of daily use than as a single dose. Ginger showed results after 11 days of daily consumption. Omega-3s need to accumulate in your cell membranes over weeks. Building these foods into your regular rotation, rather than reaching for them only when you’re already sore, gives your body the raw materials to handle muscle damage more efficiently every time you train.
