What to Eat to Improve Gut Health: Fiber and Fermented Foods

The single most impactful thing you can eat for gut health is a wide variety of plants. A large-scale study from the American Gut Project found that people who ate 30 or more different types of plants per week had significantly more diverse gut microbes than those who ate fewer than 10. That diversity matters because a richer microbial community produces more of the protective compounds your gut lining depends on. The good news: “plants” includes fruits, vegetables, grains, legumes, nuts, seeds, herbs, and spices, so reaching 30 is more achievable than it sounds.

Why Fiber Is the Foundation

Fiber is the primary fuel source for beneficial gut bacteria. When these microbes ferment fiber in your colon, they produce short-chain fatty acids, especially one called butyrate. Butyrate is the preferred energy source for the cells lining your colon, and it acts as an anti-inflammatory signal that strengthens the gut barrier and may help regulate blood sugar and support immune function.

The recommended intake is about 14 grams of fiber per 1,000 calories you eat, which works out to roughly 25 to 35 grams a day for most adults. Yet more than 90 percent of women and 97 percent of men in the U.S. fall short. Closing that gap is one of the simplest, most well-supported changes you can make.

Resistant Starch: A Fiber You Might Be Missing

Resistant starch is a type of fiber that passes through your small intestine undigested and reaches the colon intact, where it feeds a specific network of bacteria. Only a few rare microbial species can break down resistant starch directly, and as they do, they pass the byproducts to butyrate-producing bacteria nearby. This chain of interactions is one reason resistant starch is so effective at boosting butyrate levels.

The richest sources, measured in grams of resistant starch per 100-gram serving, are cooked lima beans (6.4), cooked then chilled russet potatoes (4.3), cooked kidney beans (3.8), cooked barley (3.4), sourdough bread (3.3), warm russet potatoes (3.1), rye bread (3.0), green bananas (2.8), and black beans (2.7). Notice the chilled potato trick: cooking and then refrigerating a russet potato increases its resistant starch from 3.1 to 4.3 grams. The same principle applies to cooled rice and pasta, making leftovers and potato salad genuinely better for your gut than the freshly cooked versions.

Prebiotic Foods That Feed Specific Bacteria

Prebiotics are a specialized category of fiber, particularly types called inulin and fructooligosaccharides, that selectively nourish beneficial microbes. You don’t need a supplement to get them. Garlic, onions, and Jerusalem artichokes are among the richest food sources. Dandelion greens pack about 3.5 grams of fiber per 100-gram serving, much of it inulin. Even bananas contain small amounts.

The practical strategy here is layering these into meals you already eat. Sautéed garlic and onions form the base of countless dishes. Tossing a few dandelion greens into a salad or roasting Jerusalem artichokes as a side adds prebiotic fiber without overhauling your routine.

Fermented Foods Lower Inflammation

A 10-week clinical trial at Stanford assigned 36 healthy adults to either a high-fiber or a fermented-food diet. The group eating fermented foods, including yogurt, kefir, fermented cottage cheese, kimchi, other fermented vegetables, vegetable brine drinks, and kombucha, showed an increase in overall microbial diversity, with stronger effects from larger servings. Their blood levels of 19 different inflammatory proteins also dropped.

What makes fermented foods valuable is that they introduce live microbes directly into your system while also providing compounds those microbes have already produced during fermentation. This is a different mechanism than fiber, which feeds the bacteria already living in your gut. Ideally, you’d include both approaches. A few servings of fermented foods per day, alongside fiber-rich meals, covers both angles.

Polyphenol-Rich Foods Act as Prebiotics

Polyphenols are plant compounds found in berries, grapes, tea, coffee, cocoa, whole grains, celery, spinach, and lettuce. They function as prebiotics by selectively promoting the growth of beneficial bacteria like Lactobacillus and Bifidobacterium. Blueberries, strawberries, and grapes are particularly rich sources. Green tea contains a compound that increases populations of Akkermansia, a microbe associated with a healthier gut lining.

Most of the polyphenols you eat aren’t absorbed in your small intestine. Instead, they travel to the colon, where gut bacteria break them down into smaller compounds that then feed back into the microbial ecosystem. This means the gut benefits of a cup of blueberries go well beyond the fiber they contain. The color and bitterness of plant foods are rough proxies for polyphenol content: deeply colored berries, dark chocolate, black coffee, and green tea are all strong choices.

What to Limit

Certain food additives can work against your gut lining. A randomized, placebo-controlled trial found that carrageenan, an emulsifier used in many processed dairy products, ice creams, and plant-based milks, significantly increased intestinal permeability compared to baseline. When the gut lining becomes more permeable, bacteria and their byproducts can cross into the bloodstream and trigger inflammation.

Ultra-processed foods tend to be low in fiber and high in additives like emulsifiers, so they simultaneously deprive your gut bacteria of fuel while potentially weakening the barrier those bacteria help maintain. You don’t need to eliminate every processed food, but shifting the ratio toward whole, minimally processed ingredients makes a measurable difference.

Hydration Protects the Gut Lining

The mucus layer coating your intestines is 90 to 95 percent water. This layer acts as both a lubricant and a diffusion barrier, protecting the cells underneath from mechanical stress, dehydration, and direct contact with bacteria. The mucin proteins that form the gel structure of this barrier work by binding water, expanding 100 to 1,000 times in volume to create their protective net. Without adequate hydration, this layer thins and becomes less effective. Drinking enough water throughout the day is a simple, often overlooked part of gut health.

How Quickly Your Gut Responds

Your gut microbiome begins responding to dietary changes within days, not weeks. Research from MIT found that even on a completely standardized liquid diet, microbial populations shifted from one day to the next. This sensitivity means the benefits of adding more plants, fiber, and fermented foods start accumulating quickly, but it also means consistency matters. A single week of high-fiber eating won’t permanently reshape your microbiome if you return to old patterns.

The 30-plants-per-week target from the American Gut Project is a useful benchmark, but the researchers behind it emphasize that it’s a guideline, not a rigid threshold. The focus is on overall diversity. Herbs and spices count. A sprinkle of cumin, a handful of walnuts, a different grain in your lunch bowl: these small additions accumulate into meaningful microbial diversity over time. Start by tracking how many different plants you eat in a typical week, then look for easy places to add variety rather than completely changing what’s on your plate.
