Several vitamins play direct roles in keeping your immune system functioning properly, but five stand out with the strongest evidence: vitamins C, D, A, B6, and E. Each one supports a different part of your body’s defense system, from the physical barriers that keep pathogens out to the white blood cells that hunt them down. Getting enough of these vitamins, ideally through food, is one of the most straightforward things you can do to keep your immune defenses in good shape.
Vitamin C: Your Immune Cells’ Fuel
Vitamin C is the nutrient most people reach for at the first sign of a sniffle, and there’s real science behind the instinct. It accumulates in high concentrations inside immune cells, particularly the white blood cells that rush to infection sites and destroy invaders. These cells burn through vitamin C rapidly during an active infection, which is why your body’s stores can drop quickly when you’re sick.
Vitamin C won’t prevent you from catching a cold. That myth has been tested repeatedly and doesn’t hold up. What it does do is shorten how long a cold lasts. Regular supplementation of at least one to two weeks before getting sick appears to reduce cold duration, though taking it after symptoms start has a much smaller effect. The key word is “regular.” Your body can’t store large amounts of vitamin C, so consistent daily intake matters more than megadosing when you’re already under the weather.
Good food sources include bell peppers, citrus fruits, strawberries, broccoli, and kiwi. A single red bell pepper contains more vitamin C than an orange.
Vitamin D: The Respiratory Infection Shield
Vitamin D has the most impressive clinical data when it comes to preventing infections, particularly respiratory ones. A large meta-analysis of 25 randomized controlled trials covering nearly 11,000 people found that vitamin D supplementation reduced the risk of experiencing at least one acute respiratory tract infection by 12%. Another analysis found a much larger effect, with supplementation cutting the odds of respiratory infection by roughly 36 to 42%.
The catch is that many people are low in vitamin D without knowing it. Blood levels below 12 ng/mL are associated with outright deficiency, while levels of 20 ng/mL or higher are considered sufficient for most people. If you spend limited time outdoors, live at a northern latitude, or have darker skin, your levels are more likely to be low. A simple blood test can tell you where you stand.
The recommended daily amount is 600 IU for most adults up to age 70, rising to 800 IU after that. If you’re deficient, supplementation can improve your levels within six weeks to four months depending on how low you start. Fatty fish like salmon, fortified milk, egg yolks, and mushrooms exposed to UV light are the best dietary sources, though food alone rarely provides enough for people who are already low.
Vitamin A: Protecting Your Body’s Barriers
Before any immune cell gets involved, your body’s first line of defense is physical: the lining of your nose, throat, lungs, and gut. These mucosal barriers act like walls that keep pathogens from getting inside. Vitamin A is essential for building and maintaining those walls. It drives the growth and repair of epithelial tissue, the cells that form these protective linings. When vitamin A levels drop, those barriers weaken, and the risk of mucosal infections climbs. This connection has been recognized since the early 1900s, when researchers first observed that vitamin A deficiency raised the incidence of respiratory and digestive tract infections.
Beyond barrier defense, vitamin A influences the deeper immune system too. It affects the development and function of T-cells, B-cells, and dendritic cells, all of which coordinate the body’s targeted response to specific threats. Children who are deficient in vitamin A have measurably lower numbers of circulating T-cells.
You’ll find vitamin A in two forms: preformed vitamin A in animal foods like liver, eggs, and dairy, and beta-carotene in orange and dark green vegetables like sweet potatoes, carrots, and spinach. One important caution here: vitamin A is fat-soluble, meaning excess amounts accumulate in your body rather than being flushed out. The upper safe limit for adults is 3,000 mcg per day from preformed sources. Chronic overconsumption can cause dry skin, joint pain, fatigue, depression, and liver damage. Beta-carotene from vegetables does not carry this risk because your body only converts what it needs.
Vitamin B6: Fueling Immune Cell Production
Vitamin B6 works behind the scenes in a way most people never hear about. It serves as a helper molecule in a biochemical pathway that directly regulates immune cell behavior. Specifically, it’s involved in producing signaling molecules that tell your T-cells to multiply and mount a response when a threat is detected. Without enough B6, your body’s ability to produce these signals drops, and immune cell proliferation slows down. This effect is especially pronounced in older adults, whose immune systems are already declining.
Deficiency is uncommon in people eating a varied diet, since B6 is found in chicken, fish, potatoes, bananas, and chickpeas. But older adults, people with kidney disease, and those with certain digestive conditions may absorb less of it. If you eat a reasonably balanced diet, you’re likely getting enough without supplementation.
Vitamin E: Antioxidant Protection for Immune Cells

A diet rich in colorful fruits and vegetables, lean proteins, nuts, and seeds will cover most of these vitamins without any pills. Supplements are most useful when you have a confirmed deficiency, limited dietary variety, or a condition that impairs absorption.
Taking high doses of fat-soluble vitamins (A, D, and E) without a real need can cause harm, since they build up in your tissues over time. Water-soluble vitamins like C and B6 are less risky because your body excretes the excess, but even these can cause digestive issues at very high doses. More is not better.
