Several vitamins play direct roles in hair growth, but biotin (vitamin B7), vitamin D, and iron are the ones with the strongest links to hair health. Each supports a different part of the hair growth cycle, from building the protein that makes up each strand to keeping follicles cycling through their growth phases. The catch: supplementing these vitamins only helps if you’re actually low in them.
Biotin and Keratin Production
Biotin is the vitamin most associated with hair growth, and for good reason. It promotes the body’s production of keratin, the structural protein that hair is made of. It also increases the rate of follicle growth, which is why you’ll find it in nearly every hair supplement on the market.
But the clinical evidence is more nuanced than the marketing suggests. A review published in The Journal of Clinical and Aesthetic Dermatology found no comprehensive clinical trials showing that biotin supplements improve hair growth in healthy individuals eating a normal diet. In all 18 cases where biotin supplementation did improve hair and nails, the individuals had an underlying condition linked to biotin deficiency. A separate study of 541 women complaining of hair loss found only 38 percent were actually deficient in biotin. Hair loss is usually a multifactorial process that can’t be pinned on a single nutrient.
If you are deficient, a Cleveland Clinic dermatologist recommends 3 to 5 milligrams daily. Biotin is water-soluble, so excess amounts are excreted in urine rather than building up to toxic levels. Good food sources include eggs, nuts, seeds, salmon, and sweet potatoes.
Vitamin D and the Hair Growth Cycle
Vitamin D’s role in hair growth is less about building the hair strand and more about keeping the follicle functional. Your hair follicles cycle through phases: an active growth phase (anagen), a transition phase, and a resting phase (telogen). Vitamin D receptors on the stem cells in your follicles are essential for initiating new growth cycles. Without functioning vitamin D receptors, follicles complete their first growth cycle normally but then can’t start new ones. Hair falls out and simply doesn’t regrow.
Research published in the Proceedings of the National Academy of Sciences showed that vitamin D receptors help maintain the stem cell population responsible for regenerating the lower portion of the hair follicle. These receptors also interact with a signaling pathway (called Wnt) that controls whether stem cells renew themselves or differentiate into hair-producing cells. When this system breaks down, follicles lose their ability to cycle, and progressive hair thinning follows.
Vitamin D deficiency is common, particularly in people who spend most of their time indoors, live at northern latitudes, or have darker skin. A dermatologist at Cleveland Clinic recommends at least 2,000 IU daily for hair health. Your doctor can check your levels with a simple blood test.
Iron: The Nutrient Most Often Missed
Iron deficiency is one of the most common correctable causes of hair thinning, especially in women. Iron helps red blood cells carry oxygen throughout the body, including to your scalp. When iron stores drop, your follicles receive less oxygen, growth slows, and shedding increases.
Here’s what makes iron tricky: you don’t need to be anemic for it to affect your hair. A condition called nonanemic iron deficiency occurs when your hemoglobin looks normal on a standard blood test, but your stored iron (measured as serum ferritin) has dropped below 70 ng/mL. Research in the Indian Journal of Clinical and Experimental Dermatology identified ferritin levels between 21 and 70 ng/mL as “adequate but lower than required for a normal hair cycle.” Many doctors consider ferritin levels above 12 ng/mL “normal,” which means your iron could be too low for healthy hair growth while still falling within the standard reference range.
If you’re experiencing diffuse thinning, asking your doctor to check ferritin specifically, not just a complete blood count, can reveal a deficiency that would otherwise go undetected.
B12 and Follicle Oxygenation
Vitamin B12 supports hair growth through a mechanism similar to iron. It’s critical for red blood cell production, and when levels drop, oxygen delivery to your scalp decreases. Follicles become weaker, grow more slowly, and are less capable of sustaining new growth. B12 deficiency is particularly common in vegetarians, vegans, and older adults whose digestive systems absorb less of the vitamin from food. Animal products like meat, fish, eggs, and dairy are the primary dietary sources, so people who avoid them may need supplementation.
Zinc and Cell Division
Zinc supports hair growth during the active growth phase by fueling two critical processes: cell division and protein synthesis. Hair follicles are among the fastest-dividing cells in your body, and they depend on zinc to replicate DNA and assemble the proteins that form each strand. Zinc also plays a role in oil gland function around the follicle, which helps protect the hair shaft as it grows.
Zinc deficiency can cause diffuse hair loss that looks similar to iron deficiency. People at higher risk include vegetarians (since plant-based zinc is harder to absorb), those with digestive conditions, and heavy alcohol users. Oysters, red meat, pumpkin seeds, and lentils are good dietary sources.
When Vitamins Can Backfire
More is not always better. Vitamin A is essential for cell growth, including hair cells, but chronic intake above 10,000 IU per day raises the risk of toxicity and hair loss. Too much vitamin A pushes follicles prematurely into their resting phase, causing a type of diffuse shedding called telogen effluvium. Animal studies consistently show that high vitamin A intake shortens the growth phase, accelerates the resting phase, and reduces overall hair density. This is worth watching if you take multiple supplements or use acne medications derived from vitamin A.
Zinc can also cause problems at high doses. Excessive zinc interferes with copper absorption and can paradoxically trigger hair loss, so sticking close to the recommended daily amount (8 mg for women, 11 mg for men) is the safer approach unless a doctor advises otherwise.
Supplements vs. Fixing a Deficiency
The most important takeaway from the research is that hair growth supplements work when they’re correcting a deficiency, and they generally don’t do much when your levels are already normal. Despite their growing popularity, there is limited data supporting the effectiveness of vitamin supplements as standalone treatments for hair loss in healthy, well-nourished adults.
Rather than buying a hair vitamin blend and hoping for the best, a more effective approach is to get blood work done. Testing for ferritin, vitamin D, B12, and zinc gives you a clear picture of what’s actually low. Correcting a confirmed deficiency can produce noticeable improvement in hair thickness and growth rate within a few months, since hair grows roughly half an inch per month and needs time to cycle through its growth phase. If your levels are normal and you’re still losing hair, the cause is likely hormonal, genetic, or stress-related, and vitamins alone won’t fix it.
