If you’re confident you’re eating fewer calories than you burn but the scale won’t budge, you’re not defying physics. Something in the equation is off, whether it’s the number of calories you think you’re eating, the number you think you’re burning, or a temporary factor masking real fat loss. Here’s how to figure out which one.
Your Calorie Tracking May Be Less Accurate Than You Think
This is the most common reason, and it’s worth taking seriously even if you’re meticulous. Studies on people following low-calorie diets find that nearly 39% underreport how much they actually eat. For people on carb-restrictive diets, the number climbs to almost 44%. Even among the general population not actively dieting, about 23% underestimate their intake. These aren’t people being dishonest. They’re making the same small errors almost everyone makes.
The places calories hide are predictable: cooking oils and butter that don’t get measured, handfuls of nuts or bites while cooking, drinks with calories (lattes, juice, alcohol), sauces and dressings eyeballed rather than weighed, and restaurant meals where portion sizes are anyone’s guess. A tablespoon of olive oil is 120 calories. Two extra tablespoons a day, untracked, can erase a modest deficit entirely. If you’re estimating portions by sight rather than using a food scale, your logged intake could easily be 200 to 500 calories below reality.
Your Calorie Burn Estimate May Be Too High
The other side of the equation is just as vulnerable to error. Most people estimate their total daily energy expenditure using an online calculator, then subtract calories to create a deficit. But even the most accurate of these formulas, the Mifflin-St Jeor equation, only predicts resting metabolic rate to within 10% of what’s actually measured in a lab. For someone with a resting metabolism around 1,600 calories, that’s a potential error of 160 calories in either direction, before you even factor in activity.
Activity multipliers add another layer of guesswork. Selecting “moderately active” instead of “lightly active” on a calculator can inflate your estimated burn by several hundred calories per day. Fitness trackers aren’t much better. Most wrist-worn devices overestimate calorie burn during exercise, sometimes significantly. If your deficit is built on an inflated burn number, you may be eating at maintenance or close to it without realizing.
Your Body Adapts to Eating Less
When you cut calories, your body doesn’t keep burning energy at the same rate. It pushes back. This process, called adaptive thermogenesis, refers to a greater-than-expected drop in energy expenditure that goes beyond what you’d predict from losing body mass alone. Your body downregulates through changes in insulin signaling, thyroid hormone activity, stress hormones, and appetite-regulating hormones like leptin.
In practical terms, this means the deficit you calculated at the start of your diet shrinks over time even if you haven’t changed what you eat. Someone who initially needed 2,200 calories to maintain their weight might now maintain at 2,000 or less, not because they lost a lot of muscle, but because their body became more efficient at conserving energy. You also move less without noticing. People in a calorie deficit tend to fidget less, take fewer steps, and generally reduce their non-exercise activity, a phenomenon researchers call a reduction in non-exercise activity thermogenesis.
Water Retention Can Hide Fat Loss for Weeks
Fat loss and weight loss are not the same thing on any given day or even any given week. Your body can hold onto water for a variety of reasons, completely masking the fat you’ve actually lost.
High-sodium meals cause temporary water retention. So does starting a new exercise routine, because muscle repair involves inflammation and fluid accumulation. Increased cortisol from stress or poor sleep tells your body to hold water. And for people who menstruate, hormonal shifts across the cycle routinely cause 2 to 5 pounds of water weight fluctuation, with the heaviest retention typically in the days before and during a period. If you happen to weigh yourself during one of these windows, you can easily believe nothing is working when your body is quietly losing fat underneath.
This is why a single weigh-in is almost meaningless. Comparing weekly averages over three to four weeks gives you a much clearer picture. Clinicians generally don’t consider a true plateau until weight has stayed the same for at least three to four consecutive weeks despite consistent effort.
What You Eat Affects How Many Calories You Actually Absorb
Not all calories cost the same amount of energy to digest. Protein requires 15 to 30% of its caloric energy just to be broken down and processed. Carbohydrates use 5 to 10%, and fats use only 0 to 3%. This means 200 calories of chicken breast leaves you with noticeably fewer usable calories than 200 calories of butter, even though the label reads the same.
This doesn’t mean protein is a magic fix, but a diet that’s low in protein has a lower thermic effect overall, meaning you burn fewer calories through digestion. If your deficit is small and your protein intake is also low, you may be retaining less of a caloric advantage than you expect. Increasing protein also helps preserve muscle during weight loss, which matters for keeping your resting metabolism from dropping further.
Medical Conditions That Slow Metabolism
For some people, the math genuinely is harder. Hypothyroidism slows your metabolic rate because thyroid hormones regulate how quickly your cells burn energy. If you have undiagnosed or undertreated hypothyroidism, your body burns fewer calories at rest than any calculator would predict.
Polycystic ovary syndrome (PCOS) has an even more dramatic effect. Research comparing women with PCOS to women without it found that adjusted basal metabolic rate was roughly 1,446 calories per day in women with PCOS, compared to 1,868 in controls. For women with PCOS who also had insulin resistance, the number dropped to about 1,116 calories per day. That’s a difference of over 700 calories, which means a calorie target that should produce steady loss could actually be at or above maintenance for someone with PCOS and insulin resistance.
Certain medications also contribute. Some antidepressants, beta-blockers, corticosteroids, and insulin can promote weight gain or make loss harder through effects on appetite, fluid retention, or metabolic rate. If you suspect a medical factor, blood work for thyroid function and fasting insulin can help clarify things.
How to Troubleshoot a Stalled Deficit
Start with tracking accuracy. For one full week, weigh everything you eat on a food scale and log every bite, including cooking fats, condiments, and drinks. Most people discover their intake is meaningfully higher than they thought.
Next, reassess your burn. If you’ve been dieting for more than a few months, your total daily expenditure has likely dropped. Recalculate using your current weight, and be conservative with your activity multiplier. A deficit of 300 to 500 calories below a realistic maintenance estimate is more sustainable and verifiable than an aggressive target built on optimistic numbers.
Track your weight as a weekly average rather than day to day. Weigh yourself at the same time each morning, then average the seven readings. Compare averages across weeks. If the trend is going down, even slowly, the deficit is working and daily fluctuations were misleading you.
If your protein intake is below about 0.7 grams per pound of body weight, increasing it can help in two ways: it raises your thermic effect of food, and it helps you feel fuller on fewer calories. Prioritizing sleep and managing stress also reduce cortisol-driven water retention, which lets actual progress show up on the scale more reliably.
If you’ve tightened your tracking, recalculated your target, maintained consistency for a full month, and the weekly averages still haven’t moved, that’s a reasonable point to explore medical factors like thyroid function or insulin resistance with a healthcare provider.
