Why Can’t I Get Deep Sleep: Causes and Solutions

Most adults spend 10% to 20% of the night in deep sleep, which works out to roughly 45 minutes to an hour and a half for a seven-to-eight-hour sleeper. If you’re consistently falling short of that range, the cause is almost always one of a handful of common culprits: stress, caffeine timing, alcohol, a sleep disorder, your bedroom environment, or simply getting older. The good news is that most of these are fixable.

Deep sleep (also called slow-wave sleep or N3) is the stage where your brain produces large, slow electrical waves. It’s when your body releases growth hormone, consolidates memories, and restores immune and metabolic function. Without enough of it, you wake up feeling groggy no matter how many total hours you slept.

Stress Keeps Your Brain Too Alert

Your sleep cycles and your stress response share the same control system in the brain, called the HPA axis. When you’re chronically stressed, that system stays overactive, pumping out cortisol at times when it should be winding down. Cortisol normally drops to its lowest levels in the early hours of the night, which is exactly when your deepest sleep occurs. If cortisol stays elevated, your brain can’t settle into the slow, synchronized wave patterns that define deep sleep. Instead, you get fragmented sleep, more time in lighter stages, and shortened overall sleep time.

This doesn’t require a major life crisis. Scrolling through stressful news before bed, ruminating about tomorrow’s tasks, or even exercising intensely right before sleep can keep the stress system humming. The effect is cumulative: weeks of low-grade stress can gradually erode your deep sleep percentage without an obvious trigger.

Caffeine Lingers Longer Than You Think

Caffeine consumed six hours before bedtime still reduces total sleep time by more than an hour, based on research from the American Academy of Sleep Medicine. That means a 4 p.m. coffee for someone who goes to bed at 10 p.m. is measurably disrupting their sleep, even if they feel like they fall asleep fine. The general recommendation is to avoid caffeine after 5 p.m., though people who metabolize it slowly may need an even earlier cutoff.

Caffeine blocks the receptors for adenosine, the chemical that builds up sleepiness throughout the day. Deep sleep is especially sensitive to adenosine signaling, so even a moderate dose late in the day can selectively reduce the time you spend in the deepest stage while leaving lighter sleep relatively intact. You might not notice difficulty falling asleep, but your tracker (or your morning grogginess) tells the real story.

Alcohol Suppresses Deep Sleep Dramatically

A drink or two in the evening might help you fall asleep faster, but it actively suppresses slow-wave sleep. Alcohol fragments the second half of the night, pulling you into lighter stages and disrupting the brain’s ability to maintain deep sleep cycles. The damage goes beyond a single night out. Research on long-term heavy drinkers found that slow-wave sleep was significantly reduced even after hundreds of days of sobriety: men who had stopped drinking averaged only 6.6% of the night in deep sleep, compared to 12% in non-drinkers. They also spent more time in the lightest sleep stage, a pattern associated with cognitive decline.

Even moderate, regular drinking can chip away at deep sleep over time. If you’re troubleshooting poor deep sleep, alcohol is one of the first things worth eliminating, at least as an experiment.

Sleep Apnea Fragments Your Deepest Stages

Obstructive sleep apnea is one of the most common and most overlooked reasons for low deep sleep. When your airway partially or fully collapses during sleep, your brain detects the drop in oxygen and briefly rouses you to restore breathing. These arousals are usually too short to remember, but they yank you out of deep sleep dozens or even hundreds of times per night. Studies comparing people with sleep apnea to healthy sleepers consistently find significantly lower percentages of N3 sleep in the apnea group.

Each arousal triggers a burst of faster brain wave activity and an immediate cardiovascular response, raising heart rate and blood pressure. Your brain essentially restarts the process of sinking into deep sleep from scratch, over and over. If you snore, wake with a dry mouth, or feel exhausted despite a full night in bed, untreated sleep apnea may be the reason your deep sleep numbers look so low.

Certain Medications Reshape Your Sleep Architecture

Some commonly prescribed medications reduce deep sleep as a side effect. Benzodiazepines, often prescribed for anxiety or insomnia, are a well-documented example. Chronic use distorts sleep architecture and diminishes deep sleep time, which may explain why long-term users often report persistent fatigue even though they’re technically sleeping more. The irony is real: a medication taken to improve sleep can quietly erode its most restorative stage.

If you started a new medication around the time your deep sleep declined, it’s worth asking your prescriber whether the drug is known to affect sleep stages. Some antidepressants, blood pressure medications, and antihistamines can also shift the balance between light and deep sleep.

Age Is a Factor You Can’t Fully Override

Deep sleep declines naturally with age, starting as early as your mid-30s. The decline is gradual and tends to level off around your 70s. A 25-year-old might spend 20% of the night in deep sleep, while a 60-year-old might spend closer to 10% or less. This is normal biology, not a sign that something is broken.

That said, age-related decline doesn’t mean you should accept whatever number your tracker shows without question. Many older adults lose deep sleep to treatable causes like sleep apnea, medication effects, or poor sleep habits layered on top of the natural decline. Addressing those factors won’t turn back the clock entirely, but it can recover a meaningful portion of what’s been lost.

Your Bedroom May Be Working Against You

Your body needs to drop its core temperature slightly to transition into deep sleep. A warm bedroom fights that process. The Cleveland Clinic recommends keeping your bedroom between 60 and 67°F (15 to 19°C) for optimal sleep. If your room runs warmer than that, you may be spending more time in lighter stages simply because your body can’t cool down enough.

Light and noise matter too, but temperature is particularly tied to deep sleep. Research on heating techniques has shown that warming the body before bed (through a hot bath, for instance) and then allowing it to cool in a cold room enhances slow-wave sleep duration and increases growth hormone release during the night.

Exercise Helps, With One Caveat

Regular exercise is one of the most reliable ways to increase deep sleep. A meta-analysis of 23 studies found that people who exercised in the evening not only fell asleep faster but also spent more time in deep sleep compared to non-exercisers. The one exception: high-intensity exercise like interval training done less than one hour before bedtime made it harder to fall asleep and reduced sleep quality. Moderate exercise earlier in the evening, or vigorous exercise with at least an hour buffer before bed, appears to be the sweet spot.

Your Sleep Tracker Might Be Misleading You

If you’re basing your concern on a wrist-worn tracker, it’s worth knowing what those devices actually measure. Consumer wearables don’t detect brain waves. They estimate sleep stages using movement and heart rate as proxies, then run those numbers through an algorithm. Johns Hopkins Medicine notes that most trackers measure inactivity as a stand-in for sleep and make a “guesstimate” about how much deep sleep you’re getting. The only way to get exact data on your sleep stages is a clinical sleep study that monitors brain waves directly.

This doesn’t mean your tracker is useless. Trends over time can be informative, and if your device consistently shows very low deep sleep alongside daytime fatigue, that pattern is worth investigating. Just don’t panic over a single night’s reading or obsess over hitting a specific percentage. The number on your wrist is an estimate, not a diagnosis.
