Lower back pain during running usually comes from muscles around your spine working harder than they should. Somewhere between 2% and 14% of runners deal with this problem over any given training period, and among ultra-distance runners, about one in five has experienced it. The good news is that most running-related back pain is muscular, fixable, and doesn’t signal anything structurally wrong with your spine.
Your Glutes May Not Be Doing Their Job
The most common reason runners develop lower back pain is a strength imbalance between the glutes and the lower back muscles. Your glutes are supposed to be the primary drivers of hip extension, the powerful backward push that propels you forward with each stride. When your glutes are weak or underactive, the muscles running along your lumbar spine try to pick up the slack. Stabilizing the pelvis isn’t their primary job, so they have to recruit extra muscle fibers to do it. That extra workload increases tension and tenderness, and over hundreds or thousands of foot strikes per run, it adds up to pain.
This pattern is especially common in people who sit for long stretches during the day. Hours in a chair keep your glutes in a lengthened, passive position, and they can essentially “forget” how to fire efficiently. Then you lace up your shoes and ask those same muscles to handle repeated impact forces. When they can’t, your lower back compensates. You might also notice your pelvis dropping or tilting excessively with each stride, which is a visible sign of this imbalance.
A related issue is substituting spinal extension for hip extension. Instead of driving your leg back from the hip joint, your body arches your lower back to create the movement. This puts compressive load on the lumbar vertebrae and fatigues the small muscles along the spine far faster than normal running should.
Impact Forces and Running Form
Running generates roughly two to three times your body weight in ground reaction force with every step. Your spine absorbs a portion of that impact, and several form-related habits can make it absorb more than necessary.
Overstriding, where your foot lands well ahead of your center of mass, sends a braking force up through your legs and into your lower back. A pronounced forward lean from the waist (rather than a slight whole-body lean from the ankles) compresses the front of your lumbar discs while stretching the back. Running with a very rigid, upright torso eliminates the natural counter-rotation between your upper and lower body, forcing your lumbar spine to act as a stiff hinge instead of a flexible shock absorber.
Surface matters too. Concrete is less forgiving than asphalt, which is less forgiving than trails or tracks. If you recently switched to a harder surface or a hillier route, your back may simply not have adapted yet.
Tight Hip Flexors and Hamstrings
Tightness in the muscles surrounding your pelvis pulls it out of its neutral position. Tight hip flexors tilt the front of your pelvis downward, creating an exaggerated arch in your lower back. Tight hamstrings do something similar by restricting your stride and forcing compensatory movement through the lumbar spine instead of the hip joint. Either way, your lower back ends up absorbing motion that should be happening elsewhere.
You can check this yourself. If you have trouble touching your toes or if kneeling in a lunge stretch creates a strong pull across the front of your hip, tightness in these areas is likely contributing to your pain.
When the Problem Is More Than Muscle
Most running-related back pain is mechanical muscle strain. It feels like a dull ache or stiffness across the lower back, and it gets worse with bending and twisting. It tends to ease with rest and gentle movement.
Disc-related problems feel different. Sciatica starts in the lower back but travels down through the buttock and into the back of the leg. The leg pain is often worse than the back pain itself, and the sensation can range from a dull ache to burning or an electric-shock feeling. If your pain follows this pattern, something may be pressing on the sciatic nerve.
Certain symptoms require immediate medical attention: sudden difficulty controlling your bladder or bowels, numbness spreading across your inner thighs or groin area, or progressive weakness in one or both legs that makes walking difficult. These can indicate pressure on the bundle of nerves at the base of your spine, which is a medical emergency.
Exercises That Address the Root Causes
Fixing running-related back pain means strengthening the muscles that should be working and loosening the ones that are too tight. A daily routine of 10 to 15 minutes can make a significant difference within a few weeks.
Bridges
Lie on your back with your knees bent and feet flat on the floor. Tighten your core and squeeze your glutes, then lift your hips until your body forms a straight line from knees to shoulders. Hold long enough to take three deep breaths, then lower back down. Start with five repetitions and gradually build to 30. This directly trains your glutes to fire as hip extensors, taking load off your lower back.
Cat Stretch
Start on your hands and knees. Slowly round your back upward, pulling your belly toward the ceiling while dropping your head. Then let your back sag toward the floor as you lift your head. Repeat 3 to 5 times, twice a day. This mobilizes the lumbar spine and helps relieve the stiffness that accumulates from repetitive impact.
Knee-to-Chest Stretch
Lie on your back with knees bent. Pull one knee toward your chest with both hands, tighten your abdominal muscles, and press your spine flat against the floor. Hold for five seconds, then switch legs. Finish by pulling both knees in together. Repeat each variation 2 to 3 times. This stretches the muscles along the lower back and the glutes, and it gently opens the spaces between vertebrae.
Lower Back Rotational Stretch
Lie on your back with knees bent, feet flat. Keeping your shoulders firmly on the floor, slowly roll both bent knees to one side, then the other. This restores the rotational mobility your spine needs during the natural twisting motion of running.
Training Adjustments That Help
Beyond targeted exercises, how you structure your running matters. Increasing weekly mileage by more than about 10% at a time is a reliable way to overload tissues that haven’t adapted yet, including the muscles and discs of your lower back. If your pain started after a jump in distance, intensity, or hill work, pulling back temporarily and building up more gradually will often resolve it.
Shortening your stride slightly and increasing your cadence (steps per minute) reduces the impact force transmitted to your spine with each foot strike. Most recreational runners benefit from aiming for around 170 to 180 steps per minute, though this varies with height and pace. A simple way to work on this is running to a metronome app set 5% higher than your current cadence.
Worn-out shoes lose their ability to absorb shock. If yours have more than 300 to 500 miles on them, the midsole foam has likely compressed enough to increase the load on your joints and spine. Rotating between two pairs also extends shoe life and gives the foam time to recover between runs.
If your pain is mild and muscular, you don’t necessarily need to stop running entirely. Reducing distance, slowing your pace, and choosing softer surfaces can keep you active while the underlying issues improve. Pain that gets worse during a run, lingers for days afterward, or starts radiating into your legs is a signal to take more time off and get it evaluated.
