Why Is It Hard for Me to Sleep at Night?

Difficulty falling asleep usually comes down to one or more of three things: your body isn’t building enough sleep pressure during the day, your internal clock is getting mixed signals, or stress hormones are staying elevated when they should be dropping. The good news is that most causes of poor sleep are behavioral, not medical, which means they’re fixable once you identify what’s working against you.

How Your Body Builds the Urge to Sleep

Every hour you’re awake, your brain accumulates a chemical called adenosine. Think of it as a sleep pressure gauge: the longer you’ve been up, the more adenosine builds, and the stronger your drive to sleep becomes. When everything is working properly, adenosine levels peak in the evening, making it easy to drift off at bedtime.

Several common habits interfere with this system. Long daytime naps drain adenosine, so by evening your brain hasn’t built enough pressure to feel genuinely sleepy. Caffeine directly blocks adenosine receptors, which is why it keeps you alert, but it also means your brain can’t register the sleep pressure that’s actually there. With habitual caffeine use, the brain creates more adenosine receptors over time, which is why you may need increasingly larger doses for the same alertness boost. On the flip side, high-intensity exercise increases adenosine levels and reliably improves sleep quality.

Caffeine Stays in Your System Longer Than You Think

Caffeine’s half-life is four to six hours. That means if you drink a cup of coffee at 4 p.m., half of that caffeine is still circulating at 9 or 10 p.m. One study found that caffeine consumed six hours before bedtime still disrupted sleep, even when participants didn’t feel any difference. The general recommendation is to cut off caffeine by early to mid-afternoon if you follow a standard evening bedtime. If you’re a slow metabolizer (and many people are without realizing it), you may need an even earlier cutoff.

Light and Your Internal Clock

Your circadian rhythm, the 24-hour internal clock that tells your body when to be awake and when to sleep, is extremely sensitive to light. Specifically, it responds to blue wavelengths, the type emitted by phone screens, tablets, laptops, and LED bulbs. In a Harvard experiment, 6.5 hours of blue light exposure suppressed melatonin (the hormone that signals your brain it’s time for sleep) for about twice as long as green light of the same brightness and shifted the circadian clock by three hours instead of 1.5.

You don’t need a bright screen to cause problems. A brightness level of just eight lux, roughly twice what a typical night light produces, is enough to affect melatonin secretion. Most table lamps exceed this. If you’re scrolling your phone in a lit room before bed, you’re sending a strong “stay awake” signal to a system that’s designed to wind down in darkness. Dimming lights and avoiding screens two to three hours before bed gives your melatonin production a real chance to ramp up.

Stress Keeps Your Brain on Alert

Cortisol, the body’s primary stress hormone, normally peaks in the morning and drops steadily throughout the day, reaching its lowest point around bedtime. When you’re under chronic stress, anxious, or mentally wired at night, cortisol can spike in the evening instead. This directly suppresses melatonin, creating a hormonal tug-of-war: cortisol is telling your body to stay vigilant while melatonin is trying to bring you down into sleep. The result is lying in bed with a racing mind, unable to fall asleep or waking repeatedly through the night.

This is one of the most common reasons otherwise healthy people struggle with sleep. You may not even feel “stressed” in the traditional sense. Replaying the day’s events, planning tomorrow, or feeling vaguely restless can all elevate evening cortisol enough to delay sleep onset. Practices that lower physiological arousal, like slow breathing, progressive muscle relaxation, or even a consistent pre-bed routine that signals “wind down” to your nervous system, help cortisol drop on schedule.

Alcohol Disrupts Sleep in the Second Half of the Night

Alcohol is deceptive because it genuinely makes you fall asleep faster. During the first few hours, it acts as a sedative, increasing deep sleep and shortening the time it takes to drift off. The problem comes later. As your body metabolizes the alcohol, typically in the second half of the night, sleep becomes fragmented. You experience more awakenings, more transitions between sleep stages, and a rebound of dreaming sleep that was suppressed earlier. This is why you might fall asleep easily after a drink or two but wake up at 3 a.m. feeling alert and restless.

Even moderate drinking close to bedtime reliably degrades overall sleep quality, even if total sleep hours look similar on paper. The architecture of your sleep, meaning how much time you spend in each stage, is significantly altered.

Your Bedroom Environment Matters More Than You’d Expect

Temperature is one of the most overlooked sleep disruptors. Your core body temperature needs to drop slightly to initiate and maintain sleep. A warm room works against this process. Sleep researchers at UCLA recommend keeping bedroom temperature between 60 and 65 degrees Fahrenheit (about 15.5 to 18.3 Celsius). People consistently sleep better in this range compared to warmer environments.

Noise, light leaks from electronics or streetlights, and an irregular sleep schedule all compound the problem. Your circadian rhythm thrives on consistency. Going to bed and waking up at roughly the same time each day, including weekends, is one of the most effective things you can do for sleep quality. Even a one to two hour shift on weekends can create a kind of social jet lag that makes Sunday and Monday nights harder.

When Poor Sleep Becomes Insomnia

Everyone has bad nights. But if you’re struggling to fall asleep, stay asleep, or waking too early at least three nights per week, and this has persisted for three months or longer, that meets the clinical definition of insomnia disorder. The key distinction is that these difficulties occur despite having adequate opportunity to sleep. It’s not about choosing to stay up late; it’s about lying in bed unable to sleep.

Chronic insomnia often develops when short-term sleep problems (triggered by stress, illness, or a life change) combine with unhelpful coping behaviors. Spending extra time in bed, napping to compensate, checking the clock repeatedly, and worrying about sleep itself all reinforce the cycle. The most effective treatment for chronic insomnia is a structured behavioral approach called CBT-I (cognitive behavioral therapy for insomnia), which targets these patterns directly and has strong evidence behind it, often outperforming sleep medications over the long term.

A Practical Checklist

If you’re trying to figure out what’s keeping you up, work through these common culprits:

  • Caffeine timing: No coffee, tea, or energy drinks after early afternoon. Remember the four-to-six-hour half-life.
  • Screen exposure: Dim screens or switch to warm-toned lighting at least two hours before bed.
  • Room temperature: Aim for 60 to 65°F. If your room feels comfortable in a t-shirt, it’s likely too warm for optimal sleep.
  • Naps: Keep them under 20 minutes, or skip them entirely if nighttime sleep is a problem. Long naps drain the adenosine that helps you feel sleepy at bedtime.
  • Alcohol: Avoid it within three to four hours of bedtime, even in small amounts.
  • Consistency: Wake up at the same time every day. This anchors your circadian rhythm more effectively than focusing on when you go to bed.
  • Exercise: Regular physical activity, especially higher-intensity workouts, builds sleep pressure. Just finish vigorous exercise a few hours before bed so your body has time to cool down.

Most people who struggle with sleep don’t have a single dramatic cause. It’s usually a combination of factors, each one shaving off a little bit of sleep quality until the total effect becomes noticeable. Addressing even two or three of these factors often produces a meaningful improvement within a week or two.
