Why Is My Knee Popping With Every Step?

A knee that pops with every step is usually harmless. About 36% of people with no knee pain at all experience regular popping, clicking, or crackling sounds from their knees. The noise can come from several different sources inside the joint, and most of them don’t signal damage. That said, constant popping isn’t something to completely ignore, especially if it’s paired with pain, swelling, or a feeling that your knee is giving way.

Gas Bubbles in Joint Fluid

The most common and least concerning cause of knee popping is something called cavitation. Your knee joint contains a thick fluid that lubricates the surfaces where bones meet. When you move, the joint surfaces briefly separate, and dissolved gas in that fluid comes out of solution to form a small bubble. The bubble collapses almost instantly, producing an audible pop or crack. This is the same mechanism behind knuckle cracking, and it’s completely benign. If your knee pops once and then stays quiet for a while before popping again, gas bubbles are the most likely explanation.

Tendons and Ligaments Sliding Over Bone

A pop that happens consistently at the same point in your stride is more likely caused by a tendon or band of tissue catching on a bony ridge as it slides past. Several structures around the knee are prone to this. On the outer side, a thick strip of connective tissue running from your hip to your shin (the iliotibial band) can rub against the lower end of your thighbone, especially at about 30 degrees of knee bend, which is roughly where your knee sits during normal walking. On the back and outer side of the knee, the hamstring tendon can jerk over the small bony knob at the top of your lower leg bone during extension.

On the inner side, two tendons near the surface can catch against the upper shinbone as you straighten from a bent position. These snapping sensations are often painless at first but can become irritated over time with repetitive motion, particularly in runners or people who suddenly increase their activity level.

Kneecap Tracking Problems

Your kneecap sits in a shallow groove on the front of your thighbone and is supposed to glide smoothly up and down as you bend and straighten your knee. When it doesn’t track properly, it can produce popping or crackling with every step, particularly going up stairs or standing after sitting for a long time.

Poor tracking happens for a few reasons. Weakness in the quadriceps muscles at the front of the thigh, or in the muscles that stabilize your hip, allows the kneecap to drift to one side. Alignment issues between your hip, knee, and ankle can push the kneecap outward or cause it to ride too high in the groove. Either way, the result is extra pressure between the back of the kneecap and the bone underneath, which irritates the soft tissues and creates noise. This is a hallmark of patellofemoral pain syndrome, one of the most common knee complaints, and it tends to get worse with activity rather than better.

Meniscus Tears

Each knee has two crescent-shaped pads of cartilage (menisci) that act as shock absorbers between your thighbone and shinbone. A torn meniscus can produce a pop or click with every step because the torn flap catches between the joint surfaces as they move. The key difference from harmless popping is that a meniscus tear typically produces a catching or locking sensation, where your knee briefly gets stuck and then releases. You may also notice swelling and inflammation that builds over a day or two after the tear occurs.

Small, degenerative meniscus tears are common as you get older and may cause intermittent clicking without much pain. Larger, traumatic tears from a sudden twist or impact are more likely to cause clicking, catching, and locking that clearly interferes with walking.

The Link Between Popping and Arthritis

Painless popping on its own isn’t arthritis, but frequency matters. A study tracking nearly 3,500 people without knee arthritis found that those who reported their knees “always” made noise had three times the risk of developing symptomatic osteoarthritis compared to those whose knees were silent. Even occasional noise carried elevated risk: people who “sometimes” heard popping had an 80% higher chance, and those who “often” heard it had a 220% higher chance. Among people whose knees always made noise, 11% developed pain or other arthritis symptoms within a year, compared to 4.5% of those with quiet knees.

This doesn’t mean popping causes arthritis. It likely means the popping reflects early changes in cartilage or joint mechanics that eventually progress. Among people who already have osteoarthritis, about 81% experience regular knee crepitus, compared to 41% of the general population. So constant popping is worth paying attention to, even when it doesn’t hurt yet.

What You Can Do About It

If your popping knee isn’t painful, you don’t need medical treatment, but you can take steps to reduce the noise and protect the joint long term. The most effective approach is strengthening the muscles around the knee, particularly the quadriceps. A simple starting exercise: lie on your back, tighten the thigh muscle of the affected leg, and gently press the back of your knee into the surface beneath you. Hold for 10 seconds, relax, and repeat. This static contraction builds strength without stressing the joint.

Beyond quad work, strengthening the muscles that stabilize your hip, especially those that rotate and move your leg outward, improves kneecap tracking and reduces friction. Low-impact activities like swimming and cycling keep the joint moving smoothly without the repeated impact of walking or running on hard surfaces. Maintaining a healthy weight also reduces the load on your knee with every step, which directly affects how much the joint surfaces grind against each other.

Gentle stretching of the muscles and connective tissue around the knee, particularly the iliotibial band and hamstrings, can reduce snapping caused by tight structures catching over bone.

When Popping Signals Something Serious

Popping that started after a fall, twist, or impact deserves prompt attention, especially if you felt or heard a distinct pop at the moment of injury and your knee felt unstable afterward. Seek evaluation if your popping comes with severe pain or swelling, if you can’t fully straighten or bend the knee, if the knee gives out or locks up, or if you’re limping or unable to bear weight. These signs point to ligament tears, significant meniscus damage, or other structural problems that won’t improve on their own.

During an evaluation, a doctor will typically manipulate the knee through specific movements to pinpoint the source of the noise. One common test involves bending the knee fully, then rotating and straightening it while feeling for clicks along the joint line, which helps identify meniscus tears. Another involves pressing down on the kneecap while shifting it around. Clicking during this test, combined with tenderness, suggests cartilage wear beneath the kneecap. These hands-on exams are often enough to determine the cause, though imaging may follow if the findings are unclear.
